Frequency is how many times a week you train a given muscle. People treat it like a magic dial: turn it up and grow faster, turn it down and stall. The research tells a quieter story. Frequency mostly matters because of how it lets you spread your weekly volume, not because hitting a muscle more often is special on its own. Here is what the evidence actually supports, and how to set your own frequency without guesswork.
The short version
- Frequency is how many sessions per week a muscle gets. It is a tool for spreading your weekly volume, not a growth trick by itself.
- When total weekly sets are matched, training a muscle twice a week tends to beat once a week for growth. Beyond twice, the extra benefit is small.
- For strength, higher frequency helps mainly by letting you practise the lift more often and accumulate quality volume.

What frequency actually means
Frequency is the number of times per week you train a muscle. If you do chest on Monday and again on Thursday, your chest frequency is two. Simple enough, but it gets tangled up with two other numbers people confuse it with: how many days a week you train in total, and how many sets you do.
Keep them separate. You can train six days a week and still hit your chest only once, if you use a split that only presses on one day. And you can train four days a week and hit your chest twice. Frequency is about the muscle, not the calendar. Once that is clear, the real question comes into focus: for a given amount of weekly work, does splitting it across more sessions help?
What the research actually shows
This has been studied directly, and the pattern is consistent. When researchers hold total weekly volume equal and only change how it is spread out, they can see whether frequency itself does anything.
A meta-analysis by Schoenfeld and colleagues found that, with weekly sets matched, training a muscle twice a week produced more growth than once a week. The catch is important: much of that advantage may come from the fact that spreading volume out lets you do more good-quality sets overall, because you are fresher in each session. Once you push past two sessions a week, the added benefit for growth becomes small and hard to detect.
For strength, a separate meta-analysis by Grgic and colleagues found that higher frequencies were associated with greater strength gains, but again the effect looked closely tied to volume. Training a lift more often mostly means more practice and more quality sets, which is what drives strength. Frequency is the delivery mechanism, not the medicine.
Twice a week is a reliable default that beats once a week for most people. Three or more times a week is not wrong, but the extra frequency earns its keep by helping you fit in more volume, not by being inherently better.
Why frequency is really a volume question
Here is the mental model that makes frequency easy to set. Decide how much weekly volume a muscle needs first. Then use frequency to divide that volume into sessions you can actually recover from and perform well.
Say a muscle grows best on about twelve hard sets a week for you. You could try to do all twelve in one session, but the last few sets would be low quality because you are tired, and the recovery hit from one brutal session is large. Split those twelve into two sessions of six, and every set is sharper. That is the real reason twice a week tends to win: it protects the quality of your volume.

They chase high frequency for its own sake, then cannot recover, or they cram huge volume into one weekly session and grind out junk sets at the end. Set your volume first, then let frequency serve it.
When higher frequency genuinely helps
Twice a week is the default, but a few situations reward going higher.
- High weekly volume. If a muscle needs a lot of sets to keep growing, three or more sessions keep each one crisp instead of grinding through fatigue.
- Skill-heavy lifts. Squats, deadlifts, and Olympic-style lifts improve with practice. Training them more often, even lightly, sharpens technique and strength.
- Bringing up a lagging muscle. Adding a third weekly session for a stubborn body part is a common way to fit in extra targeted volume without wrecking everything else.
- Short sessions. If you can only train in brief windows, higher frequency lets you keep each session short while still hitting your weekly volume.
If you train three or four days a week and want steady growth, hitting each muscle twice a week through an upper lower or full-body plan covers almost everyone. You rarely need more.
