Almost every question about food eventually comes back to one number. How much should I eat to lose fat? To build muscle? To stay the same? You cannot answer any of them without knowing how much energy your body uses in a day. That number is your total daily energy expenditure, usually shortened to TDEE. It is not a single fixed thing like your height. It is the sum of four separate parts, each of which moves for different reasons, and once you understand what those parts are, a lot of confusing diet advice suddenly makes sense.

- Total daily energy expenditure (TDEE) is the total number of calories you burn in a day, and it sets the baseline for every eating goal.

The four parts of your daily burn
Your TDEE is built from four components. Learning to see them separately is the whole point, because each one behaves differently and responds to different things.
Resting metabolic rate
This is the energy your body uses just to keep you alive at rest: pumping blood, breathing, running your brain, maintaining tissue. It is by far the biggest slice, usually around 60 to 70 percent of your total for a fairly sedentary person. It is driven mostly by your size and how much lean tissue you carry, which is one reason larger people and more muscular people burn more at rest.
The thermic effect of food
Digesting and processing food costs energy, and this is called the thermic effect of food. It accounts for roughly 10 percent of your daily burn and is fairly stable. Its one interesting quirk is that protein costs far more to process than carbohydrate or fat, which is part of why high-protein diets feel slightly more forgiving.
Exercise activity
This is the energy you burn in deliberate exercise: a run, a lifting session, a class. For most people this is a smaller slice than they imagine, because a hard hour in the gym is still just one hour out of a sixteen-hour waking day.
Everyday movement, or NEAT
This is everything else you do that is not sleeping, eating, or formal exercise: walking, standing, fidgeting, carrying shopping, taking the stairs, chores. It is called non-exercise activity thermogenesis, or NEAT, and it is the wildcard. It varies enormously from person to person and can quietly swing your daily burn by hundreds of calories.
How the slices compare
Rough proportions help you see where your calories actually go. These are typical figures for a fairly active person, and they shift depending on how much you move.

Notice that everyday movement often dwarfs your workout in the total. A person who walks a lot, takes the stairs, and stays on their feet can burn far more than someone who trains hard for an hour and then sits all day.
Why everyday movement matters most
Of the four parts, everyday movement is the one people overlook and the one that most often explains why two similar people get different results. Research on non-exercise activity thermogenesis shows it can vary by hundreds of calories a day between individuals, and it is highly responsive to your environment, mood, and how much you have been eating. When you diet, your body tends to quietly move less, fidget less, and feel more like sitting down, which shrinks this slice without you noticing.
That is why plans that only add gym sessions often disappoint. You can add a hard workout and then, over the rest of the day, unconsciously move less and cancel much of it out. The people who lose fat easily are frequently the ones who keep everyday movement high: a daily walk, standing more, and staying generally active. It is unglamorous, but it is a big, controllable part of your TDEE.
If fat loss stalls, look at your steps before you cut more food. Protecting your everyday movement is often more effective, and more sustainable, than adding another intense workout on top of a tired body.
Your TDEE is a moving target
One of the most useful things to understand is that TDEE is not a fixed property. It changes with your weight, because a lighter body costs less to move and maintain. It changes with your activity. And it adapts to how much you eat, drifting down in a prolonged deficit and up in a surplus. This is normal physiology, not a broken metabolism, and it is why a calorie target that worked at the start of a diet often needs lowering later.
Age matters less than most people think, at least in mid-life. A large study measuring energy expenditure across thousands of people found that, once you account for body size, metabolism stays remarkably stable from about age 20 to 60 before declining later. The middle-aged slowdown people blame for weight gain is mostly reduced movement and muscle loss, not a collapsing metabolism. That is good news, because movement and muscle are both things you can act on.
Any TDEE you calculate is an educated estimate, not a measurement. Use it as a starting point, then adjust based on what the scale and the mirror actually do over two to three weeks of real eating.
