When a label says omega-3, it is hiding a detail that matters. The two omega-3 fats your body actually uses, eicosapentaenoic acid (EPA) and docosahexaenoic acid (DHA), are not interchangeable. They have different shapes, they collect in different tissues, and the research on them points in different directions. A third omega-3, alpha-linolenic acid (ALA) from foods like flax and walnuts, mostly has to be converted into EPA and DHA before your body can use it, and that conversion is slow. The short version

Omega-3 is a family, not a single nutrient
Three omega-3 fats matter for humans. Alpha-linolenic acid (ALA) is the plant form, found in flaxseed, chia, walnuts, and rapeseed oil. It is essential, meaning you must eat it, but on its own it does little of the work people associate with omega-3. Your body has to convert ALA into the two long-chain forms, EPA and DHA, and that conversion is inefficient. Estimates vary, but only a small percentage of ALA becomes EPA, and the share that becomes DHA is smaller still.
That is the whole reason EPA and DHA get their own spotlight. They are the forms your tissues actually deploy, and they are the ones almost every study is really measuring. When a supplement lists a big omega-3 number on the front but the EPA and DHA figures on the back are small, most of that headline number may be doing less than you think.
ALA is the raw material. EPA and DHA are the finished product. Oily fish and algae give you the finished product directly, so you skip the conversion bottleneck entirely.
What EPA does
Eicosapentaenoic acid, EPA, is the omega-3 most tied to signalling and inflammation. Your body uses it to make molecules that help resolve inflammation rather than drive it, which is part of why EPA shows up so often in research on the heart and on mood. It is less about being a building block and more about being a messenger that nudges processes in a calmer direction.
On the heart, the honest picture is nuanced. The American Heart Association reviewed the trials and concluded that everyday fish oil supplements do not prevent heart disease in the general, healthy population. Where they saw a reasonable case was narrower: a roughly 10 percent relative reduction in coronary heart disease death for people who already have established heart disease. Eating fish, as opposed to popping a capsule, still comes out looking sensible for heart health across the board.
In sport, a 2025 position stand from the International Society of Sports Nutrition found that EPA and DHA together can reduce subjective muscle soreness after hard training and may support endurance and, alongside resistance training, strength. The effects are real but moderate, not transformative. EPA is a supporting player, not a shortcut.
For a healthy person with no heart disease, taking fish oil to prevent a future heart attack is not supported by the current evidence. If you have existing heart disease, talk to your doctor rather than self-prescribing.
What DHA does
Docosahexaenoic acid, DHA, is the structural one. It is physically built into cell membranes, and it concentrates in the tissues that need to be flexible and fast: the brain and the retina at the back of your eye. In those tissues, DHA makes up a strikingly large share of the omega-3 fat present. The membranes of photoreceptor cells in the retina hold more DHA than almost any other cell in the body.
Because DHA is a building material, it matters most where tissue is being built or maintained: during pregnancy and infancy for brain and eye development, and across adult life for keeping neural membranes working smoothly. This is why DHA is the omega-3 you will see emphasised in prenatal supplements and infant formula, and why the two fats are not simple substitutes for each other.
How much of each, and does the ratio matter?
For most people, the practical answer is not to agonise over an EPA-to-DHA ratio but to get a solid amount of both. General guidance from heart bodies lands around two servings of oily fish per week, which for many people works out to roughly 250 to 500 milligrams of combined EPA plus DHA per day. Specific goals can justify more, but that is the sensible baseline.

Products sold for mood or inflammation often carry a higher EPA share, while products aimed at brain or pregnancy tilt toward DHA. That reflects the biology above. For a general-purpose supplement, a balanced blend is perfectly reasonable, and whole food gives you the balance automatically.
How to actually get EPA and DHA
The richest whole-food sources are oily fish: salmon, mackerel, sardines, herring, and anchovies. A single portion of salmon or mackerel can cover several days of the general target on its own. Tinned sardines and mackerel are cheap, shelf-stable, and just as rich as fresh, which makes them one of the best-value sources going.
If you eat plant-based
Here is the part often left out. Fish do not make EPA and DHA themselves. They accumulate it from the algae they eat. That means you can get the exact same finished EPA and DHA directly from an algae oil supplement, with no fish involved. Algae oil is a complete, direct source of both EPA and DHA, so a fully plant-based diet can hit the same targets a fish eater does. It is also lower in the ocean contaminants that can build up in fish, and it does not depend on wild fish stocks.
Plant foods like flaxseed, chia, hemp, walnuts, and rapeseed oil are still worth eating, but they supply ALA, which converts poorly. Treat them as a useful extra, not as your EPA and DHA source. For the long-chain fats, algae oil is the clean, direct answer, and it belongs on the shelf next to fish oil, not below it.
- Start with food. Two servings of oily fish a week, or a daily algae oil if you are plant-based, covers most people without a second thought.
- Read the back, not the front. Ignore the big omega-3 headline. Add up the EPA and DHA milligrams per serving, because that is the number that does the work.
- Match the blend to your goal. Balanced for general health, higher DHA for brain and pregnancy needs, and check with a doctor for anything heart-related.
- Store it well. Omega-3 oils go rancid. Keep them cool and dark, and bin them if they smell strongly off or fishy in a sour way.
