Walk into any gym and you will see people rushing to drink a shake the second they rack the bar, sure that a clock is ticking on their gains. That urgency comes from a real idea, the anabolic window, that got stretched far past what the evidence supports. Timing your food is a real, minor lever. Your total protein and calories across the whole day is the big one. This guide sorts the useful timing habits from the ones you can safely ignore, so you spend your effort where it actually moves muscle.

The anabolic window, honestly
The anabolic window is the idea that there is a short period after training when your muscles are primed to absorb nutrients, and that missing it wastes the session. For years this was taught as a hard rule: protein within 30 to 45 minutes or you lose gains. The problem is that when researchers actually tested it, the window turned out to be far wider and far more forgiving than the rule suggested.
A meta-analysis pooling controlled trials found no meaningful timing effect on muscle size or strength once total daily protein was accounted for. Studies that seemed to show a timing benefit had quietly fed the timing group more protein overall. When that was controlled, the advantage disappeared. What predicted growth was how much protein people ate across the day, not the clock.
A reasonable read of the evidence puts the useful period at roughly a few hours on either side of training, not minutes. If you ate a normal protein meal within a couple of hours before you trained, you are already covered on the way out. There is no need to panic about a shake the moment you finish.
The lever that actually matters: your daily total
Muscle is built from amino acids, and the single strongest nutrition predictor of how much muscle you build is how much protein you eat across a whole day, session after session. A large review of resistance training studies found that protein supplementation reliably added muscle and strength up to a point, with benefits levelling off around 1.6 grams of protein per kilogram of body weight per day for most people.
That number is the target to hit first. If you are eating too little protein overall, no amount of clever timing will fix it, and if you are hitting a solid daily total, the timing details become minor polish. Calories matter too. To add muscle at a good rate most people need to eat at or slightly above the energy they burn. You can build some muscle in a deficit, especially as a beginner, but a small surplus makes it easier.

Spreading protein across the day
Here is where timing earns its keep. After you eat protein, muscle building rises for a few hours and then settles back down, even if amino acids are still around. That means one enormous protein serving does not keep the process running any longer than a moderate one does. To keep muscle building topped up, you feed it again a few hours later.
In practice, splitting your protein into 3 or 4 meals of roughly 20 to 40 grams each tends to work better than skipping protein at breakfast and cramming it all into dinner. This is a genuine, evidence-backed timing habit, and unlike the anabolic window it is easy to act on: just make sure most of your meals contain a real portion of protein.
Breakfast with protein, lunch with protein, a protein snack or your training meal, and a protein dinner. Four touchpoints of 25 to 40 grams gets most people to a strong daily total while keeping muscle building active through the day. The exact clock times matter much less than not leaving big gaps.
Eating around your workout
You do not need a special pre-workout or post-workout ritual, but a little planning helps. The goal is simply to have protein available in your system in the hours around training, which for most people happens naturally if they eat normal meals.
- Eat a protein meal in the hours before. A normal meal with protein 1 to 3 hours before training leaves amino acids available during and after the session. This alone handles most of the post-workout concern people worry about.
- Have protein again afterwards, but no rush. A protein meal or shake within a few hours of finishing tops things off. If your pre-workout meal was recent, even this is optional. Convenience, not urgency, should decide when you eat it.
- Train fasted only if it suits you. Early morning fasted training is fine for growth as long as you get your protein and calories across the day. If it makes you weaker or lightheaded, eat first. There is no growth penalty either way once the daily total is met.
Obsessing over a fast post-workout shake while under-eating protein the rest of the day. The shake is the smallest lever in the room. If you have energy to spend on nutrition, spend it on hitting your daily total and spreading protein across your meals, not on shaving minutes off a shake.
Protein before bed
One timing habit with reasonable support is a protein-containing meal or snack before sleep. Overnight is a long fasting stretch, and giving your body a slow-digesting protein source before bed can keep muscle building supported through part of the night. This is a small effect, and mostly useful if your evening protein is otherwise low.
Casein, the slower protein in dairy, is the classic choice, but the point is simply having protein on board. A bowl of Greek yoghurt, cottage cheese, a soy-based yoghurt, or a scoop of any protein you tolerate all work. If bedtime snacks disrupt your sleep or your calories, skip it. Sleep itself matters more for muscle than a pre-bed snack does.
Making timing work on a plant-based diet
None of this changes if you eat plant-based, but it rewards a little more planning. Plant proteins vary in how much of the muscle-building amino acid leucine they carry, so the practical fix is to eat slightly larger portions and lean on the richer sources. The daily total and per-meal spread principles are identical.
