The pullover is one of the oldest moves in the gym and one of the most argued over. Old school bodybuilders swore it expanded the ribcage. Some lifters treat it as a chest exercise, others as a back exercise, and plenty just avoid it because they cannot decide what it is for. The truth is more useful than the folklore. The pullover trains both the chest and the lats, and which one leads depends on how you set it up and where you feel the stretch. Get that right and it becomes a genuinely useful move for either muscle.
The short version
- The pullover works both the **chest (pectoralis major)** and the **lats (latissimus dorsi)**. It is not purely one or the other.

What the pullover actually is
You lie back on a bench, hold a dumbbell or barbell over your chest with fairly straight arms, then lower it back behind your head in an arc and pull it back over. Because your arms stay mostly straight, the movement happens almost entirely at the shoulder joint, not the elbow. Your arms sweep like the hand of a clock, from over your chest to behind your head and back.
That single arc is why the pullover crosses two muscle groups. Both the pectoralis major, your chest, and the latissimus dorsi, your big back muscle, can pull your upper arm down and forward from an overhead position. So as you drag the weight back over your face, both muscles are candidates to do the work. Which one leads depends on the details.
Both the chest and the lats can bring your arm down from overhead. The pullover asks for exactly that motion, so both muscles genuinely contribute. The argument was never really wrong, just incomplete.
What the muscle data says
A controlled study measured muscle activity during a free weight barbell pullover using electromyography, which records how hard each muscle works. The result cuts against a lot of gym talk: the pectoralis major was more active than the latissimus dorsi in that setup. The chest, not the back, did more of the work when the movement was performed as a standard barbell pullover.
That does not make the pullover a pure chest exercise. The lats were still involved, and the balance shifts with how you position your arms, how far back you go, and how much you emphasise the stretch. The takeaway is that the default barbell version tends to favour the chest, and if you want more lat, you have to change the setup rather than assume the exercise does it for you.

Doing it for the chest
If you want the pullover to hit your chest, you are using it as a big stretch movement for the pecs, complementing presses and flyes. The key is keeping the tension across the chest as you sweep the weight over.
- Lie along the bench. Lying lengthwise with your head supported keeps your shoulders in a stable, safe position and lets you focus on the chest rather than balancing.
- Hold with a slight elbow bend. Arms nearly straight, a soft bend at the elbow held constant. You are not curling or pressing, just sweeping through the shoulder.
- Lower to a comfortable stretch. Take the weight back over your head until you feel a stretch across the chest, without forcing the shoulder past what it likes.
- Pull back by squeezing the chest. Think about bringing your upper arms toward each other and drawing the weight back over your chest under control. Feel the pecs do the work.
The pullover loads the chest in a deep stretched position that presses and flyes reach less. Training a muscle under a strong stretch is a solid driver of growth, which is the real reason the move is worth keeping.
Doing it for the lats
To bias the lats, you widen and extend the arm path and chase a bigger stretch down the side of your back. The straight arm pulldown on a cable is a close cousin and often easier to feel in the lats, which is worth knowing if the free weight version keeps landing on your chest.
The cue that helps most people is to think of the movement as coming from your elbows and back rather than your hands. As you pull the weight over, imagine driving your upper arms down toward your hips and feeling the lat on the side of your ribcage shorten. Go deep enough behind your head to feel the lat lengthen at the bottom, then pull out of that stretch with the back, not the chest. If you cannot feel the lat at all, the cable straight arm pulldown is usually the better teaching tool, and you can return to the pullover once the connection is there.
Going deep behind the head with a heavy weight puts your shoulder in a vulnerable, stretched position. Build the range and the load gradually, keep the reps controlled, and stop short of any pinching or pain at the front of the shoulder.
The ribcage myth and where it fits
For decades the pullover was sold as a ribcage expander, a way to build a bigger, deeper chest cavity. That idea does not survive contact with anatomy. The size and shape of your ribcage are set by your skeleton, and no exercise stretches your bones into a new frame. What the pullover can do is build the muscle over the ribs, which is a different and more honest benefit.
So where does it fit? As an accessory. It is a useful way to add a strong stretch to either the chest or the lats, alongside your main presses and rows. Pick which muscle you want it to serve, set it up accordingly, and use it for moderate to high reps, something like 2 to 4 sets of 10 to 15, with a weight you can control through the full arc. It is not a strength lift and it does not need to be heavy. Its value is the stretch and the mind muscle connection, not the load on the bar.
