The five lifts and what each one trains
There is nothing sacred about the exact number five. But this set covers the four fundamental patterns your body uses, a squat, a hinge, a push, and a pull, with almost no gaps. Learn these and you have a complete strength base.
1. The squat
The squat is the king of lower body strength. It trains your quadriceps, glutes, and the muscles that keep your trunk braced under load. Whether you use a barbell on your back, a goblet hold with a dumbbell, or a front rack position, the pattern is the same: sit down and stand back up under weight. Few movements carry over to daily life more directly.
2. The deadlift
The deadlift is the purest test of full body pulling strength. You pick a loaded bar off the floor by driving your hips, which trains your entire posterior chain: hamstrings, glutes, back, and grip. It teaches you to lift heavy things safely, which is a skill worth having far beyond the gym. It is also the lift where technique matters most, so it rewards patience.
3. The bench press
The bench press is the main horizontal push. Lying on a bench, you press a bar or dumbbells away from your chest, training your chest, the front of your shoulders, and your triceps. It is the most recognisable upper body strength lift for a reason, and dumbbell or push up variations make it accessible without a spotter.
4. The overhead press
The overhead press is the vertical push. You press weight from your shoulders to over your head, which trains the shoulders, upper chest, triceps, and a surprising amount of core stability, since nothing supports the weight but you. It is humbling, because you cannot use much weight, and it exposes weaknesses that the bench press lets you hide.
5. The row
The row is the horizontal pull, the balance to your pressing. Bent over with a barbell or dumbbell, you pull the weight to your torso, training your upper back, lats, and rear shoulders. Rows keep your shoulders healthy and your posture upright, and they stop the front of your body from outgrowing the back. Many people skip pulling work and pay for it later.

How to learn them without getting hurt
The big lifts are safe when learned properly and risky when rushed. The order of operations matters more than the weight on the bar.
- Groove the pattern light. Spend your first sessions with an empty bar, dumbbells, or bodyweight. You are teaching your body a movement, not testing it. Boring is correct here.
- Learn to brace. Before you go heavy on squats and deadlifts, learn to take a breath and tighten your core to protect your spine. This one skill underpins every heavy lift.
- Add weight in small steps. When a weight feels solid for your target reps with clean form, nudge it up a little. Small, steady jumps beat big, ego driven ones every time.
- Film a set now and then. Your body often lies about what it is doing. A quick video from the side catches a rounding back or a caving knee that you cannot feel.
- Respect the deadlift. It uses the most weight and punishes a rounded lower back hardest. Learn it with lighter loads and, if you can, a coach or an experienced lifter watching.
If a lift hurts a joint or you lack the mobility for it, swap the variation, do not just grind through pain. A trap bar deadlift, a box squat, or a machine press can train the same pattern while your body adapts. The pattern matters more than the exact tool.
How to fit them into a week
You do not need to do all five every session. The simplest approach for a beginner is a full body plan two or three times a week, rotating through the lifts so each pattern gets trained often. A common template pairs a squat or hinge with a push and a pull each session, then adds a little isolation work at the end for arms, calves, or anything you want to bring up.
As you get more advanced and the weights get heavier, you may split the lifts across an upper and lower day, or a push, pull, and legs structure, so each big lift gets more focus and recovery. But the principle never changes. The five compounds are the meat of the session. Everything else is seasoning. Keep adding a little weight or a rep to the big lifts over time, and your whole body follows.
None of this works without progressive overload. Whatever split you use, the big lifts have to get a little harder over weeks and months. That rising demand is what actually builds the strength.
