If you are new to lifting, the biggest thing standing between you and progress is usually not your program or your genetics. It is a set of myths you absorbed before you ever touched a barbell. They tell you that lifting will make you huge overnight, wreck your joints, or that you need to be sore and exhausted to have done anything worthwhile. None of these hold up, and each one quietly steers people toward worse decisions. Here are the ones that do the most damage, and what the evidence actually says.
The short version
- Lifting weights does not make you accidentally **bulky**: significant muscle takes years of hard, deliberate work, and women in particular gain strength readily without a large size increase.
- Strength training is good for your joints, not bad for them. It builds the muscle that supports and protects a joint, and it helps in conditions like knee osteoarthritis.
- You do not need soreness to grow. Soreness measures novelty and damage, not progress, and chasing it is a poor guide to a good session.
- Lifting does not stunt growth in teenagers. Properly coached resistance training is considered safe for young people by major medical and strength bodies.
- Machines are not "fake" and free weights are not magic. Both build strength, and the best choice is the one you will do consistently with good form.
Myth: lifting will make me bulky
This is the myth that keeps the most people, and especially the most women, away from the weights they would benefit from. The fear is that a few weeks of lifting will suddenly add slabs of unwanted size. It will not, and the reason is simple: building a large amount of muscle is slow, hard, deliberate work that requires years of consistent training and eating in a surplus. It does not happen by accident, and it certainly does not happen from a couple of dumbbell sessions a week.
The picture is even clearer for women. On average women have far less testosterone than men, which limits how much muscle size they add, yet they gain strength at rates comparable to men in relative terms. In plain language: most women who lift get noticeably stronger and leaner-looking without getting big. The lean, athletic look people actually want is what resistance training tends to produce, not the bulk they fear.
It helps to see where the fear comes from. A few weeks into lifting, many people notice their muscles feel fuller and their clothes fit a little differently, and they read that as rapid growth. Most of that early change is not new muscle tissue at all. It is a bit more fluid and stored energy in the muscle plus, often, some fat loss revealing shape that was already there. The visible result is a firmer, more defined look, not sudden bulk. Real, lasting muscle arrives slowly, over months and years, and only when you keep adding hard work and eat enough to support it.
The people you see with dramatic size have trained hard and specifically for it over years, often eating in a deliberate surplus. You cannot stumble into it. If big is not your goal, you will simply build a strong, lean body, which is what most beginners are after anyway.
Myth: weights are bad for your joints
The idea that lifting "wears out" your joints has it backwards. When you load a muscle, you also strengthen the tendons, ligaments, and supporting tissue around the joint it crosses. A stronger, better-supported joint is a more resilient joint. The problem people picture, wrecked knees and shoulders, comes far more from bad technique, ego-driven loads, and doing too much too soon than from resistance training itself. In other words, the injuries people blame on lifting are usually injuries of how it was done, not proof that lifting is inherently hard on joints.
The evidence goes further than "not harmful". In people who already have knee osteoarthritis, a condition many assume rules out lifting, resistance training consistently reduces pain, improves function, and is recommended as a treatment in clinical guidelines. If it helps an arthritic joint, the notion that it destroys a healthy one does not survive contact with the research.
The word to hold onto is progressive. Joints and connective tissue do adapt to load, but they adapt more slowly than muscle does, so the way you get hurt is almost always by rushing: adding weight faster than your tendons can keep up, or piling on volume before your technique is solid. That is an argument for sensible progression, not for avoiding weights. Loaded gradually and lifted well, the same movements people fear as joint-destroyers are among the most reliable ways to build durable, pain-resistant joints that hold up for decades.
Strong muscles act like shock absorbers and stabilisers for your joints. Progressive, well-executed lifting is one of the best long-term investments you can make in keeping your knees, hips, and back working as you age. If you have an existing joint problem, it is worth having a doctor or physiotherapist help you set the starting load.
Myth: no soreness means no progress
Plenty of people judge a workout by how wrecked they feel the next day. This is one of the most misleading gym beliefs. Delayed soreness after training mostly reflects how new or unfamiliar the work was, not how much it will grow you. Do a movement you have never done and you will be sore. Repeat it for a few weeks and the soreness fades even as you get stronger, because your body has adapted.
Chasing soreness pushes you toward constantly changing exercises and grinding to failure for its own sake, both of which can make it harder to progress and recover. What actually drives strength and size is doing hard, progressive work over time, whether it leaves you sore or not. Some of your best sessions will barely make you ache the next day.
The flip side is worth saying too, because the myth cuts both ways. Just as soreness does not prove a session worked, a lack of soreness does not prove it was wasted. Experienced lifters routinely make excellent progress while rarely getting sore, because their bodies have adapted to the movements they repeat. If you judge every workout by next-day ache, you will end up chasing damage instead of building strength, and you will quietly punish yourself for the very consistency that drives results. A better question than "am I sore?" is "did I do slightly more than last time, with good form?"
Adding random new exercises every week just to feel sore again. The novelty makes you ache but breaks the one thing that matters most: progressive overload on movements you repeat and improve at over time.
The quick-fire myths
The pattern behind most of these myths is the same: a grain of truth stretched into a rule that no longer fits the evidence. Lifting can add size, so people assume it always will. Bad training can hurt a joint, so people assume all training does. A brutal session can leave you sore, so people assume soreness is the goal. Once you see the pattern, the individual myths get easier to disarm, because you stop treating the extreme case as the normal one. A few more common ones, cleared up fast, are below.
