Sooner or later every lifter asks the same quiet question: am I actually strong, or do I just feel strong compared to who I was last year? Strength standards try to answer that by lining your lifts up against thousands of other people at your bodyweight. They are genuinely useful as a map. They are also easy to misread, because the honest truth is that how strong you should be depends on your bodyweight, your training age, and what you are training for. Here is how to use the numbers without letting them use you.
The short version
- Strength standards are bodyweight ratios, not fixed numbers. A 60 kg lifter and a 100 kg lifter benching the same weight are worlds apart.
- Most charts sort people into rough tiers: untrained, beginner, intermediate, advanced, elite. These describe training age, not talent.
- A common intermediate target for men is roughly a bodyweight bench, 1.5x bodyweight squat, and 2x bodyweight deadlift. Women's ratios sit lower on the upper body and closer on the lower body.
- Standards are a compass, not a verdict. They tell you where you sit and what to chase next, not whether your training is working.
- The number that actually predicts progress is not your bench today. It is whether your logbook is higher than it was three months ago.
What strength standards really measure
A strength standard is just a large pile of real lifts, sorted by bodyweight and by how much someone can lift for one all-out rep. Sites and coaches gather these numbers, then draw lines through them to make tiers. The lines are not laws of nature. They are a snapshot of what people who lift tend to achieve, and they shift depending on whose data went in.
The single most important thing to understand is that a standard is a ratio, not a raw weight. Ninety kilograms on the bench means one thing for someone who weighs sixty kilograms and something completely different for someone who weighs a hundred and ten. Bigger people can usually move more absolute weight, because they carry more muscle and often have leverages that help. That is why every honest chart lists your target relative to your own bodyweight.
Strength standards answer "strong for a person of my size and training history?" They do not answer "strong in the abstract." Absolute weight on the bar and strength relative to bodyweight are two different questions.
The tiers, and what they actually mean
Most charts sort lifters into five rough bands. The labels sound like a ranking of worth, but they really describe training age: how long you have been lifting seriously and progressing, not how gifted you are.
- Untrained. You have never lifted with intent. This is your genuine starting line, and it moves fast once you begin.
- Beginner. A few months of consistent, progressive training. Numbers climb almost every week thanks to your nervous system learning the movement.
- Intermediate. Roughly one to three years of steady work. Progress slows to monthly rather than weekly, and programming starts to matter.
- Advanced. Several years of hard, structured training. New records come in small increments and cost real effort.
- Elite. The top slice, often competitive lifters. Most people never need to go here, and that is completely fine.
Moving from beginner to intermediate is not about talent. It is mostly about showing up, progressing the load, and eating and sleeping enough for long enough. The tiers reward consistency more than genetics.
Rough benchmarks for the big lifts
Here are widely quoted bodyweight ratios for the three main barbell lifts. Treat them as a friendly map, not a scorecard. They assume a full-range, honest one-rep max and vary with height, limb length, and where a given chart drew its lines. Women's upper-body ratios sit lower because of differences in upper-body muscle mass, while lower-body ratios are much closer to men's.

So an 80 kg man hitting an 80 kg bench, a 120 kg squat, and a 160 kg deadlift is squarely intermediate across the board. A 65 kg woman pressing 50 kg, squatting 80 kg, and pulling 100 kg is in the same place relative to her size. Notice that the deadlift numbers are the highest: it is the lift where the most muscle works at once, so the ratios run larger.
Charts differ, and some quote strict powerlifting-competition numbers that are stiffer than casual-gym charts. If two calculators disagree, they probably used different data. Do not agonise over which tier you sit in by a few kilograms.
Relative strength versus absolute strength
There are two ways to be strong, and standards quietly capture both. Absolute strength is the raw weight you can move, no matter your size. It is what matters in a heavyweight tug-of-war or when you need to shift a fridge. Relative strength is weight moved per kilogram of you, which is what matters for pull-ups, climbing, gymnastics, and looking impressive at a lighter bodyweight.
Heavier lifters win the absolute contest. Lighter lifters often win the relative one. This is exactly why competitions use weight classes: it lets a 60 kg lifter and a 120 kg lifter be compared fairly by scoring the weight they lift against their own mass. When you read a standard, decide which kind of strong you actually care about, because chasing the wrong one can send you gaining or cutting weight for no reason that serves your goal.
If your goal is bodyweight skills like the first pull-up or the muscle-up, relative strength is your game, and adding excess bodyweight works against you. If your goal is a big total, absolute strength rules and a little more mass usually helps.
How to use standards without letting them run you
Benchmarks are a tool, and like any tool they can be used well or badly. Used well, a standard gives you a realistic next target and a sanity check on whether a weak point is truly weak or just feels that way. Used badly, it becomes a source of anxiety and ego lifting. Here is a sane way to work with them.
- Find your honest ratios first. Take a recent, full-range top set for each big lift, estimate your one-rep max, and divide by your bodyweight. Now you know where you actually sit, not where you wish you sat.
- Look for the outlier, not the average. If your squat is intermediate but your bench is stuck at beginner, that gap is the useful signal. Standards are best at revealing lagging lifts, so bring the weak one up.
- Set the next tier as a season goal. Do not aim to jump two bands at once. Pick the next line up as a six to twelve month target and let progressive overload carry you there.
- Re-test rarely and cleanly. You do not need a monthly one-rep max. Chasing maxes every week raises injury risk and stalls progress. Test a few times a year with real technique.
- Then close the chart. Once you have your target, your logbook matters more than the standard. Beating last month is the process. The tier is just the destination.
Grinding an ugly, half-range rep so a calculator gives you a bigger number. A standard built on honest, full-range lifts is only useful if your lifts are honest too. A number you cannot repeat with good form is not really yours yet.
