Two terms get thrown around as synonyms, and they are not. High intensity interval training (HIIT) and sprint interval training (SIT) sit at different points on the same dial. Confusing them leads people to either sandbag their sprints or turn what should be a controllable session into an all-out effort they cannot recover from. Knowing which one you are actually doing tells you how hard to push, how long to rest, and how often you can handle it in a week.

Sprint interval training (SIT) is supramaximal and all-out: for a handful of seconds you give everything you physically have, an effort you could never sustain.
That single distinction, controllable-hard versus everything-you-have, drives every other difference between them: how long each effort lasts, how long you rest, how many rounds you do, and how wrecked you feel afterwards.
If you could have gone a bit harder, it was HIIT. If there was genuinely nothing left, no gear above it, that was a sprint interval. Most people who think they are doing SIT are actually doing hard HIIT, which is completely fine.

The classic SIT protocol used in research is the Wingate style: 30 seconds of all-out effort on a bike against heavy resistance, then several minutes of easy spinning, repeated a handful of times. It looks tiny on paper and is savage in practice. A typical HIIT session, by contrast, might be one minute hard and one minute easy, repeated eight to ten times, hard enough to respect but not a maximal effort.
Do they give different results?
For most goals, the outcomes overlap more than the labels suggest. Reviews that compare interval styles find that both raise cardio fitness and reduce body fat, and the differences between them tend to be small and dependent on the population studied. For fat loss in particular, neither one has a special advantage once total effort and diet are accounted for. Recent syntheses comparing high intensity and sprint interval training report broadly similar effects on fitness and body composition.
Where nuance appears, it is subtle. Some analyses suggest all-out sprint work can be slightly more potent for fat measures in already-fit people, while hard HIIT may edge ahead for cardio fitness in overweight or unfit people. These are fine-print differences, not the basis for choosing your whole approach.
The bigger driver of your results is whether you can do the sessions consistently and recover from them, not which label the internet puts on them. A SIT plan you cannot recover from loses to a HIIT plan you actually complete.
Why recovery is the real dividing line
The practical reason to know the difference is recovery. All-out sprint efforts tax your nervous system and muscles hard, which is why the classic protocols build in long rests between rounds and why doing them more than a couple of times a week is usually a mistake. Push all-out sprints on back-to-back days and you tend to feel flat, sleep worse, and perform worse, not better.
Submaximal HIIT is demanding too, but because you are not emptying the tank on every effort, it is easier to slot into a week alongside lifting and steady cardio. This is why a sensible week for most people leans on mostly easier cardio with a small dose of hard interval work, whichever style that is.
Which should you do?
- New to hard training? Start with HIIT. It is more forgiving and lets you build fitness before you flirt with all-out efforts.
- Chasing top-end fitness with little time? Either works; well-run SIT delivers a strong stimulus in remarkably little total work.
- Prone to injury or new to sprinting? Favour bike or rower efforts over flat-out running, where the strain risk is highest.
- Also lifting hard? Keep hard intervals of either kind to one or two sessions and protect your recovery for the weights.
- Just want to feel good and stay fit? Honestly, controllable HIIT a couple of times a week covers most people beautifully.
Sprint interval training is the all-out extreme; high intensity interval training is the hard-but-controlled middle. Both work. Match the choice to your experience and your recovery, and do not let a label push you into an intensity you cannot recover from.
