This question causes more confusion than almost anything else in training. One camp says never train a sore muscle. Another says push through, soreness is weakness leaving the body. Both are too simple. Soreness is a real signal, but it is a noisy one, and it does not mean what most people think it means. The useful answer depends on how sore you are and what soreness is actually telling you. Let us clear it up.
The short version
- Mild to moderate soreness is usually fine to train through. Sharp, severe, or joint-centred pain is not.
- Soreness, properly called delayed onset muscle soreness (DOMS), is a poor measure of recovery or of how good your workout was. You can grow with little of it and be very sore without growing.
- The clearest reason to wait is impaired performance. If the muscle is weak and clumsy, not just tender, it is not ready for another hard session.
- Your body adapts fast. The repeated bout effect means the same workout that crushed you once causes far less soreness the second and third time.
- When a muscle is sore, you can still train other muscles, do lighter work, or move through a full range of motion to feel better.
What soreness actually is
The stiff, tender feeling that shows up a day or two after a hard or unfamiliar workout is delayed onset muscle soreness (DOMS). It typically peaks around 24 to 72 hours after training and then fades. Despite the old story, it is not caused by lactic acid, which is long gone within an hour of finishing.
DOMS is linked to the small-scale mechanical stress and micro-disruption inside muscle fibres from challenging work, especially the lowering, or lengthening, part of a movement and anything your body is not used to. It reflects that a muscle was worked in an unaccustomed way. It is a sign of novelty and effort, not a scorecard for growth.
Soreness is not a measure of how good your workout was, and it is not required for muscle to grow. You can make excellent progress with barely any soreness, and you can be extremely sore from a session that built almost nothing. Judge your training by progress over weeks, not by next-day tenderness.
The honest answer: it depends on how sore
There is no single rule, because soreness comes in degrees. The useful question is not just are you sore, but how sore, and can the muscle still do its job. Here is a practical way to sort it.

The key distinction is soreness versus performance. Tenderness that fades as you warm up is fine to train through. A muscle that is genuinely weak, unstable, and unable to produce force is telling you the rebuild is not done. Respect that difference and you will rarely go wrong.
Is training through soreness actually harmful?
For ordinary DOMS, training a still-tender muscle is generally safe. It will not undo your progress or cause injury on its own. Often, light movement and a proper warm-up ease the soreness, because gentle activity increases blood flow to the area.
The real cost of training a very sore muscle is not danger, it is quality. When a muscle is still recovering, you cannot produce as much force, your technique can slip, and the session tends to be worse than it would be a day later. You add fatigue without adding much stimulus. That is a poor trade if it happens week after week.
The first time you do a new or brutal workout, the soreness can be dramatic. Do the same session again a week later and the repeated bout effect kicks in: the same work causes far less soreness and damage. So early soreness is often a beginner or a new-movement phenomenon that settles quickly as your muscle adapts.
What to do when a muscle is sore
Being sore does not mean your training day is cancelled. You have several good options, depending on how the muscle feels.
- Train a different muscle group. Sore legs do not stop you training your back or chest. This is one reason many people split their training across body parts.
- Do lighter, higher-quality work. If you want to train the sore muscle, drop the load and focus on smooth range of motion rather than grinding heavy sets.
- Move and warm up thoroughly. A longer warm-up and some easy movement, sometimes called active recovery, often takes the edge off soreness through better blood flow.
- Wait a day. If the muscle is badly sore and weak, simply training it tomorrow instead of today usually means a far better session with no downside.
If a muscle group is consistently so sore that it disrupts your next session every week, that is a hint your training may be outrunning your recovery. Slightly less volume, better sleep, and enough protein often fix it faster than any recovery gadget.
Get medical advice if pain is severe and out of proportion to your workout, if a muscle is very swollen and hard, or if your urine turns dark, cola coloured, alongside intense muscle pain. In rare cases very extreme training can cause a serious condition called rhabdomyolysis, and that needs urgent care, not a warm-up.
