Walk into any gym and watch people on the rowing machine, and you will see the same picture over and over: arms yanking, back rounding, legs barely working, and a stroke that looks more like a shrug than a row. The stroke: legs, back, arms, then reverse
Everything good about rowing flows from one idea: it is a leg-driven movement done in a strict order. Get the sequence right and power, rhythm and back safety all fall into place. The stroke has two halves, the drive (the powerful part) and the recovery (the return), and each has its own order.
- The catch (the start). Sit tall at the front, shins roughly vertical, arms straight, a slight forward lean from the hips. This is the loaded, ready position before you drive.
- Drive with the legs. Push hard through the legs first, keeping arms straight and back set. This is where the vast majority of your power comes from. Think 'press the floor away'.
- Then swing the back. As the legs finish, hinge back through the hips to a slight lean past vertical. The back adds power, it does not start the stroke.
- Finish with the arms. Only now pull the handle to your lower ribs. Legs, back, arms: the arms are the last link, not the first.
- Recover in reverse. Arms extend, then the body hinges forward, then the knees bend to slide you back to the catch. Arms, body, legs. Slow and controlled, roughly twice as long as the drive.
Drive fast, recover slow. The push should be one sharp, powerful motion, and the slide back to the catch should take about twice as long. Legs, back, arms on the way out; arms, back, legs on the way in.

That is why technique that holds up when you are tired matters more than a pretty stroke when you are fresh.
Technique fails from the spine outward when you tire. If your lower back starts rounding and reaching at the catch, that is your cue to shorten the session or take a break. Long ergometer sessions with lost pelvic control are the classic path to rowing back pain.
The damper setting, demystified
The lever on the side of the flywheel, the damper, is the single most misunderstood part of the machine. People treat it like a difficulty dial and slam it to 10 to make the workout harder. That is not what it does. The damper changes how the airflow feels, more like shifting gears on a bike than adding weight. A high setting feels heavy and slow, like grinding uphill in a big gear; a low setting feels light and fast.
For steady cardio and for learning good technique, a moderate setting of about 3 to 5 works best for most people. It lets you keep a clean, rhythmic stroke and a sustainable rate without the grinding, back-loading effort a maxed-out damper invites. Your effort and pace come from how hard you drive with your legs, not from where the lever sits. Chasing a lower time on the screen with better sequencing beats muscling a heavy damper with a broken stroke every time.
Think bike gears, not dumbbell weight. A moderate 3 to 5 suits most people for cardio. A higher setting is not automatically a better workout; it usually just makes it easier to row badly.
Drills to groove a better stroke
You cannot fix rowing by reading about it. Spend a few minutes on these drills at an easy pace before your next real session, and the sequence starts to feel natural.
- Legs-only rowing: row using just your legs, arms straight and body still, to feel the drive start from the floor.
- Legs plus body: add the back swing, still no arms, so you learn to hinge from the hips after the legs.
- Full stroke, slow: put it all together at a relaxed pace, exaggerating the legs, back, arms order until it is automatic.
- Pause at the finish: hold for a second at the end of each drive to check posture, tall and braced, not slumped.
- Slow the recovery: deliberately take twice as long coming forward as you did driving back, to build the drive-fast, recover-slow rhythm.
