Progressive overload is simple in theory: do a little more than last time. The trouble starts when you have three dials to turn, more reps, more sets, and more weight, and you try to turn all of them every week. That is how people burn out or stall. There is a sensible order to push these dials, and it matters less which one is objectively best than which one you reach for first, second, and last. Get the order right and a single exercise can keep giving you progress for months.

Why the order matters at all
Reps, sets, and load are all valid ways to add demand, and your muscles do not really care which one delivers it. So why bother with an order? Because these dials cost different things. Adding a rep to a set is cheap: it is a small step up, easy to recover from, and easy to reverse if it was too much. Adding weight is a bigger jump, especially on smaller lifts where the smallest plate might be a large percentage increase. Adding a whole set raises the total workload for that muscle across the week, which is the thing your recovery has to keep up with.
So the order is really about pushing the cheap dials before the expensive ones. You want to squeeze the easy progress out of reps, then take the bigger step of adding weight, and only slowly increase sets when the first two are no longer enough. Do it the other way round, piling on sets and weight early, and you spend your recovery budget fast and stall while you still had room to grow.
Push the dial that is cheapest to recover from first. That is usually reps. Save the dials that tax your recovery most, more sets especially, for when you actually need them.
Start with reps
For most exercises, the first thing to increase is reps, within a target range. Say you are working in a range of 8 to 12 reps. You pick a weight you can lift for 8 clean reps, and each session you try to add a rep or two while keeping form honest. Over a few weeks you climb from 8 to 9 to 10, and eventually you hit 12 across all your sets.
There is real evidence this is not a soft option. In a study by Plotkin and colleagues, one group progressed by adding load while another progressed by adding reps, and both groups gained similar muscle and strength over the training block. A separate study by Morton and colleagues found that lifting heavier for fewer reps and lighter for more reps produced the same muscle growth when sets were taken close to failure. In other words, adding reps is not a consolation prize, it drives growth just like adding weight, as long as the effort is there when sets are taken close to failure.
Reps are also the safest place to start because a slightly harder set of the same weight is a small, controllable step. You are not testing a new load your joints have never handled. You are just doing a familiar weight a little more times.
Then add load, and reset the reps
Once you reach the top of your rep range with good form on every set, that weight has stopped being a challenge. Now you add a small amount of load and drop the reps back to the bottom of the range. If you were doing 12 reps at a given weight, you nudge the weight up and you might only manage 8 or 9 reps again. Good. That is the new challenge, and you start climbing the reps back up.
This back and forth, climb the reps, add weight, reset the reps, is called double progression, and it is one of the most reliable methods there is. It gives you a clear rule for exactly when to add weight, which removes the guesswork and the ego. You add weight when you have earned it by hitting the top of the range, not because it is a new week and you feel like it.

Double progression tells you exactly when to add weight. No more adding weight too soon and grinding ugly reps, or too late and coasting. The reps decide for you.
Add sets slowly, as a background dial
Sets are different from reps and load. When you add a set to a movement, you are not making one set harder, you are adding more total work for that muscle across the week. This is your volume dial, and volume is one of the strongest drivers of muscle growth, up to a point. Reviews of the research, including work by Schoenfeld and colleagues, show that within a sensible range, more hard sets per muscle per week tends to mean more growth.
The catch is that more volume also costs more recovery. So you do not add sets session to session the way you add reps. You add them across a block of training, giving your body time to adapt to the new workload before you add more. A reasonable rule of thumb is to add roughly a set per muscle group every couple of weeks if progress on reps and load has stalled, and to watch how your recovery and sleep hold up as you do.
Piling on sets early because more feels better. Extra sets you cannot recover from are junk volume: they add fatigue without extra growth, and they crowd out the reps and load progress you had left. Add sets when the cheaper dials are tapped out, not before.
When the order changes
The reps first order is a strong default, not a law. A few situations flip it.
- Pure strength work. If your goal is a bigger one rep max, you spend more time in low rep ranges, around 3 to 5 reps, and load is a more central dial. You still use reps to auto-regulate, but weight moves more often.
- Fixed or awkward equipment. With machines that jump in large weight increments, or a single pair of heavy dumbbells, adding reps and sets may be your main levers for a long time because the next weight is too big a jump. That is fine, and it still works.
- Big compound lifts as a beginner. On squats and deadlifts early on, your body adapts so fast that adding a small amount of weight most sessions works for a while. Enjoy it, and switch to reps first progression when the easy weight jumps stop landing.
- Bodyweight training. When you cannot easily change the load, reps come first by necessity, then you progress to harder variations, which is really a way of adding load without a barbell.
Underneath all of these, the principle is the same. Push the cheapest dial you have until it stops giving progress, then reach for the next one. The exact labels change with your goal and your gear, but the logic of spending your recovery budget wisely does not.
