The push, pull, legs split is easy to name and surprisingly easy to build badly. People know that a push day trains the pressing muscles and a pull day trains the pulling ones, then they stack five chest exercises on push day, skip their rear shoulders entirely, and wonder why their session drags and their back never grows. Structuring each day well is not complicated, but it follows a few rules: cover every muscle the day owns, lead with the hardest lift while you are fresh, and stop before junk sets pile up. This guide gives you the logic and a template for all three days.
The short version
- A push day trains everything that presses you away from a load: chest, front and side shoulders, and triceps.
- A pull day trains everything that pulls a load toward you: back, rear shoulders, biceps, and forearms.

The one rule that decides where an exercise goes
Push, pull, legs sorts exercises by the direction of force, not by body part. If a movement pushes a load away from your torso, it is a push. If it pulls a load toward you, it is a pull. Legs get their own day because the lower body is large enough to fill one on its own. That single rule tells you where almost anything belongs.
It works because the helper muscles line up with the main ones. On any press, your triceps and front shoulders assist the chest, so they all get trained together and then rest together. On any row or pull-up, your biceps and rear shoulders assist the back, so they share a day too. The point of the split is to avoid frying the same small muscle twice in one week by accident, which is exactly what happens when you train chest one day and shoulders another.

Why exercise order matters more than exercise choice
Whatever you do first in a session gets your best effort, because you are freshest and least fatigued. Whatever you leave for last gets whatever is left over. This is the single most useful structuring principle, and it is backed by position-stand guidance: the American College of Sports Medicine recommends placing large-muscle, multi-joint exercises early in a session and smaller single-joint work later.
So the shape of every day is the same. Start with the heaviest compound lift, the one that trains the most muscle and lets you move real weight. Follow it with a second compound from a different angle. Then fill in with isolation work for the muscles the compounds did not fully cover. You lift the most on what matters most, and the small stuff still gets done.
Doing lateral raises or curls before your main press or row. By the time you reach the big lift, the assisting muscles are already tired and your main lift suffers. Save the small, single-joint moves for the end of the session, not the start.
How to build a push day
A push day has three jobs: a horizontal press for the chest, an overhead press for the shoulders, and enough direct work for the side shoulders and triceps, which the presses alone do not fully hit. Run it heavy to light.
- Horizontal press. Barbell or dumbbell bench press, flat or slight incline. Your main chest builder. Around 3 to 4 sets.
- Overhead press. Seated or standing shoulder press. Trains the front shoulders and adds a second pressing pattern. Around 3 sets.
- Chest isolation. A cable fly or pec deck to finish the chest through a longer stretch. Around 3 sets.
- Side shoulder isolation. Lateral raises. The side shoulder gets almost no work from pressing, so it needs its own move. Around 3 sets.
- Triceps isolation. A pushdown or overhead extension. The presses hit triceps, but a little direct work rounds them out. Around 3 sets.
The side shoulder. Presses drive the front shoulder and chest, but the side head, the part that gives shoulders their width, barely fires. If you only bench and press, add lateral raises or your shoulders stay narrow.
How to build a pull day
A pull day needs two directions of pulling: a vertical pull like a pull-up or lat pulldown that builds back width, and a horizontal row that builds back thickness. Then you add rear shoulders and biceps, which assist on every pull but benefit from a little focused work.
- Vertical pull. Pull-ups, assisted pull-ups, or lat pulldowns. Builds the width of your back. Around 3 to 4 sets.
- Horizontal row. Barbell row, dumbbell row, or a cable or machine row. Builds thickness through the mid-back. Around 3 to 4 sets.
- Rear shoulder isolation. Face pulls or reverse flyes. The rear shoulder is chronically undertrained and keeps your shoulders healthy. Around 3 sets.
- Biceps isolation. Any curl variation. The rows and pulls involve the biceps, but direct curls grow them faster. Around 3 sets.
Years of benching and pressing without matching pull volume pulls the shoulders forward and rounds the upper back. A well-built pull day, especially the rear shoulder work most people skip, is what keeps pressing pain-free over the long run.
How to build a leg day
A leg day is the one people most often shorten, and it is the one that trains the most muscle. Cover two patterns: a squat pattern that leads with the quads, and a hinge pattern that leads with the hamstrings and glutes. Then finish smaller: single-leg work for balance, and calves, which get nothing from the big lifts.
- Squat pattern. Back squat, front squat, or leg press. Your main quad and glute builder, and the heaviest lift of the day. Around 3 to 4 sets.
- Hinge pattern. Romanian deadlift or a hamstring-focused hinge. Trains the hamstrings and glutes the squat leaves undertrained. Around 3 sets.
- Single-leg work. Split squats or lunges. Evens out left-right differences and adds glute work. Around 3 sets.
- Calf raises. Nothing else on the day trains the calves, so they need their own move. Around 3 to 4 sets.
Squats and leg presses hammer the quads and leave the hamstrings trailing. A dedicated hinge like a Romanian deadlift is not optional, it is what balances the front and back of your legs and protects your knees.
How much to do, and when to stop adding
The template above lands each muscle around 6 to 12 hard sets in a single session. Whether that is enough depends on how often you run the split. On a 3-day rotation, each muscle trains once a week, so those sets are your whole weekly total. On a 6-day rotation, the cycle runs twice, and the weekly total roughly doubles.
The number to aim for is around 10 or more hard sets per muscle across a week, which a dose-response meta-analysis links to strong muscle growth, with returns flattening as the count climbs higher. That gives you a clean rule for when to stop building a day: once every muscle the day owns is covered and you are near that weekly total, adding a sixth chest exercise is not extra growth, it is just extra fatigue.
A hard set means taking it close to failure, roughly one to three reps short. Three genuinely hard sets beat six half-hearted ones. Structure the day well, then make the sets you do actually count.
