You already decide what to train and how much. Sequencing is the decision most people never make on purpose: the order those exercises actually happen in. It matters because you are strongest at the start of a session and slowly leak output as fatigue builds. Whatever you put first gets your best reps, your cleanest technique, and your heaviest load. Whatever you leave for last gets the tired, sloppy version of you. This guide gives you a simple, repeatable order that puts your best effort exactly where your goals need it.
The short version
- Order is not cosmetic. Whatever you do first gets your freshest, strongest, most focused effort, and whatever you do last gets the tired version.

Why order changes the result
Picture your energy for a session as a tank that starts full and drains as you go. Your nervous system is fresh, your muscles are unfatigued, and your focus is sharp for the first few exercises. By the end, all three are running low. Order decides which exercises get to spend the full tank and which get the fumes.
This is not a small effect. A systematic review and meta-analysis by Nunes and colleagues looked at how exercise order affects results and found that strength improved more in the exercises performed earlier in a session, whichever exercises those were. In other words, the movements you place first are the ones your body adapts to fastest, because that is where your best effort lands.
Sequencing is really just asking one question: which exercises deserve my freshest energy? Answer that honestly and the order writes itself. Everything below is a way to answer it well.
The default rule: big before small
For most people, most of the time, the right order is simple: perform large multi-joint exercises before small single-joint ones. A multi-joint, or compound, lift like a squat, deadlift, press, or row moves several muscles across more than one joint and lets you handle real load. A single-joint, or isolation, lift like a curl, a lateral raise, or a leg extension trains one muscle across one joint.
The reason is straightforward. Compound lifts are the most demanding, the most technical, and the most sensitive to fatigue, so they need you at your freshest. Isolation lifts are lighter and simpler, so a little accumulated fatigue barely dents them. This is exactly the sequence the American College of Sports Medicine recommends in its resistance training progression guidance: large muscle groups before small, and multi-joint before single-joint.

Warming up your arms with fifteen minutes of curls, then walking to the bench already pre-fatigued. You just spent your best energy on your smallest muscles and handed your main lift the leftovers. Big lifts first, almost always.
Order by priority, not by habit
The big-before-small rule is the default, not the whole story. The deeper principle is this: put whatever matters most to you first, because first is where your best effort lives. Once you understand that, you can bend the rule intelligently.
When a weak point is the goal
Say your side delts are lagging and it is genuinely your top priority right now. Lateral raises are an isolation move, so the default rule buries them at the end. But if they matter most, you can move them to the front while you are fresh, a technique often called pre-exhaustion or simply priority ordering. You will lift them with more focus and better output than you ever would when exhausted. The cost is a little less on your presses that day, which is a trade you accept because delts are the point.
When a skill is the goal
If you are learning a technical lift, a clean, an overhead squat, a first pull-up, do it first every time. Skill and technique degrade with fatigue faster than raw strength does. Practising a new movement when tired teaches your body sloppy patterns. Fresh reps build clean ones.
Do not ask what is the traditional order. Ask what is the one thing in this session I most want to improve, and put it first. The rest of the workout arranges itself behind that answer.
Don't let one exercise sabotage the next
Fatigue is local as well as global. When two exercises in a row hammer the same muscle, the second one suffers badly. When they hit different muscles, they barely interfere. Good sequencing spreads the load so each lift gets a muscle that is ready for it.
- Separate lifts that share a muscle. Do not put heavy rows right before deadlifts if both lean hard on your lower back and grip. Space them out or split them across days.
- Alternate opposing movements. Pairing a push with a pull, like a bench press with a row, lets one muscle group rest while the other works. You save time without either lift paying a fatigue tax.
- Superset non-competing muscles. A set of calf raises between sets of curls costs nothing and buys you time, because the legs and biceps do not fight over the same recovery.
- Put grip-heavy work thoughtfully. Deadlifts, heavy rows, and farmer carries all drain your grip. Stack too many together early and your grip fails before the target muscle does.
Before you lock in an order, look at each back-to-back pair and ask: does the first exercise leave the second one weaker than it needs to be? If yes, and that is not the effect you want, reorder or pair it with something that does not compete.
A reliable ordering template
Here is a default sequence that works for almost any single session. Start here, then bend it for your priorities using the rules above.
- Warm up generally, then specifically. A few minutes to raise your temperature, then ramp-up sets of your first lift so you arrive at your working weight prepared, not cold.
- Your priority or most technical lift. Usually the heaviest compound, but a weak point or a skill goes here instead if that is genuinely today's goal. This slot gets your best effort.
- Secondary compounds. One or two more multi-joint movements that support the session, like a row after a press or a lunge after a squat.
- Isolation and accessory work. Curls, raises, extensions, and pump work to top up volume for muscles the compounds under-served. Fatigue barely touches these.
- Core and conditioning last. Finish with abs, carries, or a short conditioning piece. You never want a pre-tired core or a gassed heart before a heavy loaded lift.
You do not need a perfect order, you need a deliberate one. Big and technical first, small and simple last, priorities moved forward on purpose, and no two exercises fighting over the same muscle. Get those roughly right and every exercise in the session gets the effort it deserves.
