If your squat stalls, watch where it stalls. For most people it is the same spot every time, usually a hand's width or two out of the hole, where the bar slows to a crawl and the rep either grinds up or dies. Coaches call that spot the sticking point. The frustrating thing is that a normal squat rarely trains it well, because momentum from the descent carries you through the weakest position before your muscles have to hold it. A pause squat removes that momentum. You stop at the hardest part, hold, and then stand up from a dead stop. It is not a gentler squat. It is a squat that makes you strong exactly where you are weak.
The short version
- Your sticking point is the position where a squat slows and fails, usually just above the bottom, and a normal squat sneaks past it on momentum.
- A pause squat kills that momentum and forces your muscles to produce force from a dead stop in the weakest position.

What a sticking point actually is
The sticking point is the position in a lift where the difficulty jumps up out of proportion to everything around it. In a squat it is usually not the very bottom and not the top, but a region a little way out of the hole where your leverage is poor and the muscles pulling you up are at a mechanical disadvantage. Reviews of the sticking region describe it as the spot where a maximal lift most often slows or fails, and where form tends to break down first.
Here is the trap. When you squat normally, you drop down and bounce out of the bottom, and that stored momentum carries the bar through the weak region before your muscles have to fully own it. You feel strong out of the hole, then the bar slows exactly where the momentum runs out. So the position that limits your squat is often the position your normal squat trains least. That is the gap a pause fills.
Before you program pauses, film a heavy set from the side. Watch where the bar visibly slows. That slowdown, not a number someone gave you, is where your pause belongs.
Why the pause works
A pause squat does three useful things at once. First, it removes the stretch reflex and the bounce, so you cannot borrow elastic energy from the descent. You have to generate force from a standstill, which is the exact skill you lack if you fail coming out of the hole.
Second, it teaches your body to hold a strong, braced position under load without drifting. A lot of failed squats are not purely a strength problem, they are a position problem: the hips shoot up, the chest folds forward, and the bar drifts ahead of the mid foot right at the sticking point. Holding still under load trains you to keep the position that lets your legs do the work.
Third, it lets you train the weak region directly. Work on overcoming the sticking point keeps pointing to the same idea: to get stronger at a position, you have to load that position, whether through pauses, partials from pins, or holds. A pause squat is the most accessible version, because it needs nothing but a bit of patience and a lighter bar. The evidence on isometric and paused work is that force produced at a specific joint angle carries over strongly to strength at that same angle, which is precisely why placing the pause at your sticking point matters.
A pause squat is not magic. It just makes you spend time producing force in the position you have been skipping. Strength is specific, so training the weak spot is what strengthens the weak spot.
How to do a pause squat well
The mechanics are a normal squat with one rule added: when you reach your target depth, you stop dead and stay perfectly still before you stand. Most people do a soft, twitchy pause and rob themselves of the benefit. Do it properly.
- Brace before you descend. Take a big breath into your belly, tighten your midsection, and hold it. You need that pressure the whole way, and especially during the pause.
- Descend under control to your target depth. Do not free fall and catch it. Lower at a steady, deliberate pace so you arrive in position rather than crashing into it.
- Stop dead and hold for 2 to 3 seconds. No bouncing, no sinking, no creeping up. Stay completely motionless while keeping full tension. Counting out loud stops you from cheating the time.
- Drive up from a dead stop. Explode out of the pause as hard as you can, pushing the floor away. The intent to move fast is what builds power out of the weak position, even if the bar itself moves slowly under a heavy load.
- Keep the bar over your mid foot. If the bar drifts forward during the pause, the weight is too heavy or your brace is loose. Fix the position before you add load.
Turning the pause into a rest. If you relax at the bottom and let your muscles go slack, you lose the tension that makes the pause work, and you make the stand-up harder and riskier. Stay tight and loaded the entire time.
Where to place the pause
Most lifters default to pausing at the very bottom, and for a lot of people that is fine, because the bottom and the region just above it are where they stall. But the pause is a tool you aim. If your bar slows at a specific spot, park the pause there or a touch below it, so you are strong going into and through the region that fails you.

You do not need to overthink this. Pausing at or just below the point where the bar slows covers most cases, because building strength there tends to carry up through the rest of the range. If you have no obvious sticking point yet and just want a stronger, more controlled squat, a standard bottom pause is a perfectly good default.
How to program pause squats
Treat a pause squat as a serious main lift, not a warm-up drill. Because you remove the bounce and hold a hard position, you will use less weight than your normal squat, commonly in the region of 10 to 20 percent lighter for the same reps. That is expected and not a sign of weakness. The lighter bar is still training the exact thing you need.
- Sets and reps: 3 to 5 sets of 2 to 5 reps works well for strength. Keep the reps lower, because a long pause each rep is fatiguing and quality matters more than count.
- Frequency: once a week is plenty for most people. You can run it as your main squat variation for a block of 4 to 8 weeks, then retest your normal squat.
- Load: start around 15 percent below your usual working weight for that rep range, then build up while keeping every pause honest and every rep still.
- Rest: rest fully between sets, around 2 to 4 minutes. Paused work is neurally demanding and you want each set fresh.
A block of pause squats builds strength at your weak position, but that strength shows up in your normal squat gradually. Run it for several weeks and retest, rather than judging it after one session where the lighter bar feels underwhelming.
