There is a myth that muscle growth shuts down at some age, as if a switch flips and the gym stops working. It does not. Older adults who train grow muscle in study after study. What is true is subtler: a handful of things get a little harder after 40, and if you ignore them you will spin your wheels. Recovery slows. Your muscles respond less eagerly to a normal serving of protein. Small joint niggles turn into real setbacks faster. None of that stops growth. It just changes how you should train and eat to earn it.
The short version
- Muscle growth does not switch off with age. Trained older adults keep building muscle; the response is just a bit blunter and slower.

That process, called progressive overload, does not have an expiry date.
Studies that put older adults on a proper resistance training program consistently show real gains in muscle size and strength, including in people well into their sixties, seventies, and older. The capacity to grow is intact. So if you are reading this in your forties worried you have missed the window, you have not. The window is open. You just want to stop leaving free growth on the table by training like the changes below do not exist.
Age lowers the ceiling and slows the pace a little. It does not close the door. The people who keep growing after 40 are almost always the ones who train consistently and adjust for recovery, not the ones with special genetics.
The one change that matters most: anabolic resistance
If you remember one thing from this piece, make it this. As you age, your muscle becomes less responsive to a given amount of protein. A meal that would have fully switched on muscle building in a 25 year old produces a weaker response in a 60 year old. Researchers call this anabolic resistance, and it is the clearest, best documented change in how aging muscle behaves.
The practical fix is not exotic. You need a bigger protein stimulus per meal to clear the same bar. In younger people, roughly 20 grams of quality protein maximally triggers muscle building at a sitting. Older muscle tends to need more, often closer to 30 to 40 grams, and it benefits from that protein being spread across the day rather than loaded into one dinner. Both animal and plant sources work; the honest caveat is that most single plant foods are lower in the amino acid leucine that drives the response, so plant based eaters simply aim a little higher and combine sources.

You can absolutely build muscle on plants past 40. Because single plant foods carry less leucine, the move is to hit a slightly higher protein target per meal and mix sources, for example tofu plus lentils plus soy milk across the day, so the total amino acid dose clears the older muscle's higher threshold.
Recovery becomes the real limiter
In your twenties you can hammer a body part, sleep six hours, and come back fine. After 40 the bill arrives faster. It is not that you cannot train hard. It is that the same hard session takes a little longer to bounce back from, and stacking hard sessions too close together stops producing growth and starts producing fatigue and sore joints.
This flips the usual beginner instinct of doing more. The smarter lever is often to keep the intensity, keep the total weekly work honest, but give each muscle a bit more room between hard sessions. Two quality sessions per muscle per week, with real rest around them, will usually beat five rushed ones. Sleep does more heavy lifting here than any supplement; it is when most of the repair actually happens.
- Protect sleep first. Aim for a consistent seven to nine hours. Poor sleep blunts both recovery and the muscle building response to your training, so it is not optional if growth is the goal.
- Warm up like you mean it. Older joints and tendons appreciate a few easy ramp-up sets before heavy work. It costs five minutes and prevents the tweaks that cost weeks.
- Space hard sessions. Hit each muscle hard two times a week with a day or two between, rather than pounding it on back-to-back days.
- Watch the small niggles. A grumpy shoulder or knee is information. Swap the aggravating exercise for a friendlier variation early, before it becomes a layoff.
How to actually train for growth after 40
The good news is you do not need a different sport. You need normal, sensible hypertrophy training with the dials set for your recovery. Here is the shape of it.
- Lift with real effort. Most sets should end within a couple of reps of failure. That is what tells the muscle to grow, at any age.
- Favour joint-friendly tools. Machines, cables, and dumbbells let you load the muscle hard while sparing cranky joints that a heavy barbell might aggravate.
- Keep sensible volume. Roughly 10 or so hard sets per muscle per week is a solid working range. More is not automatically better once recovery is your limiter.
- Progress gradually. Add a rep or a small amount of weight when you can. Slow, steady overload beats big jumps that outrun your recovery.
- Train through full range of motion. Loading a muscle in a stretched position is a strong growth stimulus and doubles as free mobility work.
Trying to train like your 22 year old self, then quitting when the joints complain and progress stalls. The fix is rarely more grit. It is usually better exercise selection, a touch more rest between hard sessions, and more protein per meal.
Why this matters more than it did at 25
There is a deeper reason to take this seriously after 40, beyond looking good. From around your thirties, adults gradually lose muscle mass if they do nothing to keep it, and that loss accelerates later in life. Muscle is not just for aesthetics. It is your metabolic reserve, your protection against falls, and a strong predictor of how independent and capable you stay for decades.
So building muscle after 40 is partly about growth and partly about pushing back against a slow tide. Every year you train is a year you are adding to the reserve rather than quietly spending it. That is a genuinely different stakes picture than a 25 year old chasing a bigger chest, and it is why consistency matters even more now than it did then.
