"Processed food" has become shorthand for "bad food", and that is a shame, because it lumps a bag of sweets in with a tin of chickpeas. Processing simply means doing something to food between the field and your fork: freezing, tinning, milling, fermenting, cooking. Some of that makes food safer, cheaper, and easier to eat well. Some of it strips food down and rebuilds it into something engineered to be overeaten. The word covers both, which is exactly why it causes so much confusion. Let us be fair to the tin of beans.

Processing is a spectrum
Almost everything you eat has been processed in some way. Milling wheat into flour is processing. So is pasteurising milk, freezing peas, roasting coffee, pressing olives into oil, and culturing yoghurt. Much of this is not just harmless, it is useful. Freezing locks in nutrients. Tinning makes cheap protein last for years. Fermentation created some of the oldest and most valued foods on earth.
So the blanket claim that processed food is bad falls apart on contact with your own kitchen. The question is never simply "is it processed". It is "how much, in what way, and what does that do to the food". A more precise vocabulary makes this easy, and that is what the NOVA system provides.
If "processed" means everything from a frozen carrot to a fizzy drink, the word carries no information. Being precise about degree is what turns a scary label into a useful decision.
The four NOVA groups, plainly
Nutrition researchers proposed the NOVA classification to sort foods by the extent and purpose of their processing, rather than by nutrients alone. It splits food into four groups. Learning them takes about a minute and clears up most of the confusion.

Notice that groups 1 and 3 include foods dietitians actively recommend. The line worth caring about sits between group 3 and group 4, not between "natural" and "processed".
The system is not perfect, and it is fair to say so. Critics point out that group 4 is a wide net that can catch a wholegrain packaged cereal alongside a fizzy drink, and that occasionally the same food lands in different groups depending on the recipe. NOVA sorts by how food is made rather than by its nutrients, so it is a starting point for thinking, not a nutrition label. Even so, it captures something that a plain nutrient panel misses: two foods with similar numbers can behave very differently in your body depending on how heavily they have been engineered.
Processed foods that earn their place
Plenty of processed foods are genuinely good for you, and often cheaper and more convenient than the fresh version. Writing them off because of a single scary word means eating worse for no reason.
- Tinned and frozen beans, lentils, and chickpeas. Cheap, filling protein and fibre with a long shelf life, and every bit as nutritious as the dried version you cooked yourself.
- Frozen vegetables and fruit. Frozen at their peak, they often match or beat fresh produce that has spent a week in transit.
- Tinned fish. Sardines, mackerel, and tuna deliver protein and omega-3 fats for very little money.
- Plain yoghurt and kefir. Fermented, gut-friendly, and high in protein.
- Wholemeal bread and rolled oats. Milled and packaged, yes, but a solid source of fibre and everyday fuel.
- Tofu and tempeh. Made from soya beans through simple, traditional processing, and among the best plant proteins available.
Some of the best value nutrition in any shop is processed: a tin of beans, a bag of frozen spinach, a pack of oats. Fresh and expensive is not the same as healthy, and processed does not mean second best.
Where the real concern is
So what actually deserves the worry? The evidence points squarely at group 4, ultra-processed foods. These are not just cooked or preserved; they are broken down into refined ingredients and rebuilt with additives into products designed to be cheap, long-lasting, and very easy to eat a lot of. Diets high in them are linked, across large reviews, to higher risks of weight gain and several long-term health problems.
That said, honesty cuts both ways. Much of this evidence is observational, meaning it shows a link rather than proving cause for every outcome, and the NOVA group is broad enough that a sugary drink and a wholegrain packaged cereal can sit side by side. The strongest single piece of evidence, a controlled feeding trial, shows the clearest problem is that these foods make it easy to overeat. That is reason enough to keep them as a smaller part of your diet without treating every bite as dangerous.
It also helps to know why the association turns up so consistently. People who eat a lot of ultra-processed food tend to eat less of the protective stuff, the vegetables, fruit, beans, and wholegrains that crowd it out. So part of the harm is displacement: the problem is as much what these foods push off your plate as what they put on it. That is another reason to lead with the good rather than obsess over banning the bad.
The goal is not zero ultra-processed food, which is unrealistic and unnecessary. It is making sure the bulk of your diet comes from groups 1 and 3, so the group 4 foods are the minority, not the foundation.
How to judge a food fairly
You do not need to memorise classifications at the supermarket. A few honest questions do the job.
- Can you picture the whole food it came from? A tin of tomatoes is obviously tomatoes. If the ingredient list reads like a chemistry set with no recognisable food, it is likely group 4.
- Does it fill you up or just go down? Foods with protein, fibre, and water satisfy you. Foods engineered to be effortless tend to leave you wanting more.
- Is it a staple or a treat? Build your everyday eating from groups 1 and 3, and let group 4 be the occasional extra rather than the base of the plate.
- Does it fit your overall diet? One packaged item inside a day full of whole foods is fine. The pattern over weeks matters far more than any single choice.
Be fair to your food, and be fair to yourself. The tin of beans is a friend. The family bag of sweets is a treat. Knowing the difference, rather than fearing the word "processed", is what actually helps.
