Going vegan removes the two easiest protein foods most people rely on, eggs and dairy, so protein stops happening by accident. That is the whole challenge, and it is a solvable one. Plant foods can absolutely take you to a muscle-supporting intake, and when researchers matched a vegan diet against an omnivorous one at the same protein level, the muscle and strength gains came out the same. The job is to be deliberate: build meals around the densest plant proteins, eat a little more overall to cover lower digestibility, and handle a couple of nutrients that plants do not supply well.
The short version
- A vegan diet builds muscle just as well as an omnivorous one when protein is matched, so the food source is not the limiting factor, your total intake is.
- Aim for the higher end of the range, around 1.6 to 1.8 grams of protein per kilogram of body weight, to offset the slightly lower digestibility and leucine of plant foods.
- Lean on the dense four: soy foods, seitan, legumes, and a plant protein powder. These do most of the work.
- Soy is a complete protein, and a pea protein powder built muscle as well as whey in a head-to-head trial, so a vegan can supplement effectively.
- Supplement vitamin B12. It is the one nutrient a vegan diet genuinely cannot supply, and it is non-negotiable.
First, the reassuring part
The worry that you cannot build muscle without animal protein is understandable and, at matched intakes, wrong. A twelve-week study put habitual vegans on a high-protein plant-based diet against omnivores on a protein-matched omnivorous diet, both lifting weights. The result: muscle and strength gains were the same in both groups. The takeaway is not that source never matters, it is that when you hit your protein target, a vegan diet supports muscle just as well.
So the entire game becomes hitting that target reliably. Plants make you work a little harder for it, because they are less protein-dense and lower in leucine, the amino acid that switches on muscle building. You solve both by eating a touch more total protein and by choosing the concentrated sources rather than grazing on nuts and grains and hoping.
It is worth being clear about why this matters for a vegan specifically rather than just repeating that plants are fine. The honest picture is that per gram, a plant meal delivers a slightly weaker muscle-building signal than an equivalent animal meal, mostly because of that lower leucine content and less complete digestion. That difference is real but small, and it disappears once your total intake is high enough, which is exactly what the matched-protein studies show. In other words, you are not fighting your food, you are just setting the dial a notch higher and being consistent.
Set your number a little higher
For anyone training, the muscle-building target sits around 1.6 grams of protein per kilogram of body weight per day. As a vegan it is sensible to aim for the higher end, roughly 1.6 to 1.8 grams per kilogram, to account for the lower digestibility of plant protein and the lower leucine content per gram. This is not a huge jump, it is one extra serving of a dense source across the day.

Leucine is the trigger that tells muscle to start building, and plant foods carry less of it per gram. You cover this two ways: eat enough total protein, and include a leucine-rich source such as soy or a pea or soy protein powder at your main meals. You do not need to count milligrams.
The plant sources that actually move the needle
Not all vegan protein is equal. Nuts and most grains are protein-light and fat- or carb-heavy, so they are toppings, not anchors. Build your day on the concentrated sources below.

Two of these deserve a special mention. Soy foods, meaning tofu, tempeh, edamame, and soy milk, are complete proteins, so a meal built on them needs no combining and delivers good leucine. And a vegan protein powder is a genuinely effective tool, not a compromise: in a controlled trial, a pea protein supplement produced muscle-thickness gains that matched whey. So a scoop of pea or soy protein is a legitimate way to close a stubborn gap.
A vegan day that clears the target
Here is an ordinary vegan day built to land near 120 grams, using the dense sources rather than fighting for scraps of protein from grains.
- Breakfast, around 30 grams. Oats made with soy milk, plus a scoop of pea or soy protein and some nut butter. Fast, and it front-loads a leucine-rich dose.
- Lunch, around 30 grams. A lentil or chickpea bowl with grains, plus a handful of edamame stirred through. Legumes plus soy covers amino acids comfortably.
- Snack, around 20 grams. Soy yoghurt with seeds, or a second shake. This afternoon slot is where vegan totals usually slip.
- Dinner, around 35 grams. A tempeh or seitan stir-fry or curry with rice and vegetables. Tempeh and seitan are your densest whole-food anchors.
Every meal has a named protein anchor from the dense four, and at least two meals include a soy source or powder for leucine. Get that pattern right and you rarely need to count, because the day is built to land in range by default.
The nutrients that matter more than protein quality
For a vegan, protein quality is a smaller problem than a couple of specific nutrients. The Academy of Nutrition and Dietetics confirms that well-planned vegan diets are adequate for every life stage, including for athletes, but it flags a short list of nutrients to plan for deliberately.
- Vitamin B12: not reliably available from plants at all. A supplement or reliably fortified foods are essential, not optional. Ask your doctor about testing your levels if you are unsure.
- Iron: plant iron is absorbed less easily, so pair iron-rich foods like lentils and tofu with vitamin C, and get levels checked if you feel unusually tired.
- Zinc and iodine: worth including fortified foods or a modest supplement, especially if your diet is narrow.
- Omega-3: consider an algae-based supplement, the vegan equivalent of the fats found in oily fish.
This is the one place a vegan diet can genuinely fail you. B12 deficiency develops slowly and can cause lasting nerve damage if ignored. A cheap B12 supplement or consistently fortified foods removes the risk entirely, so there is no reason to gamble here.
