The sissy squat has one of the worst names in the gym and one of the best returns for your quads. The name is old bodybuilding slang, and it has nothing to do with how hard the movement is, because a proper sissy squat is savage. Instead of your hips travelling back like a normal squat, your knees travel forward and your whole body leans back in a straight line from knee to shoulder. That puts an enormous stretch on the front of your thighs and loads the quads through a range most exercises never reach. It needs little more than something to hold for balance, which makes it a favourite for home training. The trade-off is that it asks a lot of your knees, so learning to scale it and build into it matters more here than on almost any other leg move.

What the sissy squat trains, and why it is different
A normal squat is a hip and knee movement together: your hips sit back and down while your knees bend. The sissy squat strips out the hip part almost entirely. Your hips stay open, your knees drive forward past your toes, and your torso leans back to counterbalance. The result is a movement that isolates the quadriceps on the front of your thigh in a way few other exercises can.
The quads are made of four muscles, and one of them, the rectus femoris, crosses both the knee and the hip. Because the sissy squat keeps the hip extended while the knee bends deeply, it puts the rectus femoris on a long stretch under load, which is exactly the kind of position that drives growth. Training a muscle through a full, stretched range tends to build it well, and reviews of range of motion in resistance training generally favour full-range work for muscle size and strength.
The sissy squat loads your quads at a long muscle length, near the deepest, most stretched position. That stretched-under-tension zone is a big part of what makes it such an effective quad builder, and it is the part a leg extension or a half squat mostly skips.
How to do a proper sissy squat
The key picture to hold in your head: your body moves like a drawbridge lowering, hinging at the knees while staying straight from knee to shoulder. Hold something sturdy for balance so you can focus on the leg movement, not on staying upright.
- Set up with support for balance. Stand and hold a squat rack upright, a pole, or a sturdy handle at about arm's reach. Feet about hip width. Rising onto the balls of your feet a little is common and helps the knees travel forward.
- Brace and squeeze your glutes. Tighten your core and squeeze your glutes to keep your hips extended. This is what stops the movement collapsing into a normal squat. Your hips stay open, not folded.
- Drive your knees forward and lean back. Let your knees travel forward past your toes while you lean your torso back to counterbalance. Keep a straight line from your knees through your hips to your shoulders, like a plank tipping backward.
- Lower until you feel the quad stretch. Descend as far as your quads will stretch under control, ideally toward your heels nearing your backside. Go only as deep as your knees are comfortable with, especially early on.
- Drive back up through your quads. Push through the front of your thighs to straighten the knees and return to the start, keeping the straight-line posture the whole way. Do not fold at the hips to cheat back up.
Think hips forward, chest back, one straight line. The instant your hips fold and your backside pushes behind you, it has turned back into an ordinary squat and the quads lose the stretch. Squeezing the glutes the whole time is what protects that line.
How to scale it and build in safely
A full, unsupported sissy squat is genuinely hard and puts real demand on the knees. There is no shame in scaling it, and for most people scaling is the smart, injury-avoiding way in. The good news is the movement scales cleanly from very easy to very hard.
- Use your arms to take load. Holding a support, pull with your arms to carry some of your bodyweight. The more you pull, the easier it is. This is your main dial for difficulty while learning.
- Limit the depth at first. Start with a small forward knee travel and a shallow lean, then add range week by week as your knees and quads adapt.
- Try a sissy squat bench or pad. A dedicated sissy squat station or a padded support braces your ankles and shins, so you can focus on the knee movement with less balance worry.
- Add load only once bodyweight is easy. Advanced lifters hold a plate on the chest or add a band. Do this only after the bodyweight version is smooth and pain-free through a full range.
The sissy squat asks a lot from the knee joint at a deep, stretched angle. A stretch in the quads is the goal, but sharp or pinching pain in the knee is a stop sign. If you have current knee problems, build in very gradually, keep the range short, or choose a gentler quad exercise. Progress the knees can handle beats a range they cannot.

Nearly every fault here comes from either the hips folding or the knees being pushed further than they are ready for. If a set gets ragged, take more of your weight through your arms and shorten the range. A clean, controlled half-depth sissy squat builds far more than a deep one you are fighting to survive.
How to program sissy squats for quads
The sissy squat is an accessory move, not usually your main lift. It shines as a finisher after your big compound work, when you want to hammer the quads through a deep stretch that heavier lifts do not reach.
- Sets and reps: 2 to 3 sets of 10 to 15 controlled reps works well. Because it is intense, you rarely need heavy loading to feel it.
- Place it late in the session. Run it after squats, leg presses, or hack squats, as a quad finisher rather than a first exercise.
- Progress by range, then load. First add depth and clean reps, and only later add weight with a plate or band, once your knees are happy through the full range.
- One or two sessions a week is plenty. The deep-stretch loading can leave the quads sore, so give them room to recover.
The sissy squat pairs well with exercises that build the quads without the deep knee stress, like a leg press or hack squat. Use the bigger lifts for your main load and the sissy squat to attack the stretched range. Together they cover the quads more completely than either alone.
