Running high intensity interval training (HIIT) and lifting in the same week is one of the most common ways people train, and one of the easiest to get wrong. Do it carelessly and your legs are dead under the bar, your intervals turn into a slog, and both slowly stall. Do it with a bit of structure and the two sit together fine. What follows is the honest version: what the research on training both at once actually shows, and the practical rules that keep your strength intact.
The short version
- Training cardio and strength together can blunt strength and muscle gains a little, an effect researchers call the interference effect, but it is smaller than the internet makes out.
- Cycling intervals interfere far less with lifting than running intervals do, so if you lift for your lower body, favour the bike or rower.
- When you must do both in one session, lift first, then do your intervals, especially for lower body strength.
- Give your hardest interval day and your heaviest leg day at least a day of space where you can.
- Two or three interval sessions a week is plenty next to serious lifting. More is where recovery starts to break down.
The interference effect, without the panic
There is a real thing here. When you train hard cardio and strength in the same programme, your strength and muscle gains can come out slightly smaller than if you had only lifted. Sport scientists call this the interference effect. The fear it creates is usually bigger than the effect itself.
A large analysis of 21 studies pooling hundreds of results found that lifting alone produced the biggest strength and size gains, but people who did both concurrent training still made clearly meaningful progress. In plain terms: adding intervals costs you a little, it does not erase your lifting. For most people, who are not chasing the last few percent of a competitive total, that trade is easily worth the cardio fitness and health you gain.
The interference effect is real but conditional. How much it bites depends on what cardio you pick, when you do it, and how much of it you pile on. Those are all things you control, which is the whole point of this guide.
Running intervals hurt lifting more than cycling does
This is the single most useful finding, and most people have never heard it. In that same pooled analysis, doing your intervals by running produced significant drops in both strength and muscle size. Doing them on a bike did not. Cycling and lifting share a movement pattern and load the legs in a similar, muscle-driven way, while the repeated eccentric pounding of running adds a fatigue and muscle-damage cost that competes directly with leg training.
So the tool you choose is not a small detail. If your intervals are on a stationary bike, a rower, or a similar low pounding option, you can run them much closer to your leg days with far less cost. If you love running intervals, keep them, but treat them as their own demanding leg session and space them accordingly.

If you are unsure, do your intervals on a bike or rower. You keep almost all the cardio benefit and pay a fraction of the interference cost to your strength.
If both land in one session, lift first
Sometimes life gives you one training slot, so both jobs share it. When they do, the order matters. The evidence points to doing your strength work first, then your intervals, at least when lower body strength is a priority.
The logic is simple. Heavy lifting needs a fresh nervous system and full effort per rep. If you fry yourself with hard intervals first, your lifts get sloppy and light, and that is the session that suffers. Do the lifting while you are fresh, bank the quality reps, then finish with conditioning where a bit of pre-fatigue costs you far less.
- Warm up for the whole session. Enough easy movement and ramp-up sets that both the lifting and the intervals feel primed, not cold.
- Lift first, while fresh. Your main strength work, especially anything heavy or for legs, goes at the front when your effort and form are best.
- Intervals second. Move to your bike or rower intervals after the barbell is racked. A little fatigue here is fine and expected.
- Keep the intervals honest but capped. Do not turn the conditioning into a second full workout. A handful of hard rounds is plenty on a combined day.
If your top goal for a block is your interval or endurance performance, not maximal strength, flip it and do the cardio first. Whatever you put first gets the freshest effort, so put your priority there.
Give hard days room to breathe
The cleaner solution, when your schedule allows, is to keep your hardest interval sessions and your heaviest lifting on separate days, with recovery in between. Fatigue from a genuinely hard interval session lingers, and if it overlaps your next heavy leg day, both efforts drop.
A useful principle: separate your most demanding leg training and your most demanding intervals by roughly a day where you can, and do not stack two maximal-effort sessions back to back on the same muscles. Upper body lifting and lower body intervals interfere less, so those can sit closer together.
- Heavy leg day and hard running intervals are the pairing to keep furthest apart. They compete for the same tired muscles.
- Upper body lifting and leg intervals clash the least, so pair them freely if you are short on days.
- Easy or short intervals are low cost and can go almost anywhere, even on a lifting day, without much penalty.
- Two hard interval days a week is a sensible ceiling for most people who also lift seriously.
Monday heavy lower body. Tuesday upper body plus easy bike intervals. Thursday hard bike or rower intervals. Friday upper or full body lifting. That keeps the heavy legs and the hard intervals three days apart and never stacks two maximal leg efforts together.
Fuel and recovery are what make it work
Combining hard intervals with lifting raises your total training stress, so recovery is not optional garnish, it is the thing that lets the plan hold together. Two levers matter most: eating enough, and sleeping enough.
Under-eating is the quiet killer of concurrent training. When you add conditioning on top of lifting and then also cut calories hard, your body cannot build strength and fuel intervals and recover, all at once. If you are in a deficit, expect to protect strength by keeping protein high and volume sensible rather than pushing everything to the limit. Sleep, meanwhile, is where the adaptations from both actually land.
Lifts sliding down week after week, intervals feeling harder at the same pace, sleep getting worse, mood and motivation dropping. These are your cue to cut a hard session, not add one. More is not the fix when recovery is already the bottleneck.
