Walk into any gym and someone will tell you that cardio kills your gains. The fear runs deep: that every run quietly undoes your hard-earned muscle, that lifters who do cardio stay small, that you must choose between being strong and being fit. It is one of the most persistent beliefs in training, and like most persistent beliefs it contains a grain of truth wrapped in a lot of exaggeration. There is a real phenomenon here, called the interference effect. But when you look at what the research actually found, it turns out cardio only threatens your gains under specific conditions, and every one of them is easy to avoid.

Where the fear comes from
The worry is not made up. Strength and endurance training send partly conflicting signals to your muscles. Heavy lifting tells them to get bigger and stronger. A lot of endurance work tells them to get more efficient and better at producing energy, which does not favour bulk. When researchers first documented that people doing both gained less strength than people who only lifted, the interference effect was born, and the gym-lore version of it, that cardio kills gains, spread from there.
An early and widely cited meta-analysis put some numbers on it. Pooling many studies, it found that concurrent training produced smaller gains in muscle size and strength than strength training alone, and, tellingly, that the interference was strongest with high-frequency, long-duration endurance work, and worse with running than with cycling. So the effect is real. The question that matters is how big it is under normal training, and whether you can sidestep it.
What the research actually shows now
The more recent and larger picture is much more reassuring. An updated systematic review pooling 43 studies looked specifically at whether adding aerobic training to strength training compromises muscle size and maximal strength. Its conclusion was clear: concurrent training did not compromise muscle growth or maximal strength development. The one outcome that suffered was explosive strength, the ability to produce force very fast, which matters most to power athletes and less to someone training for size and general strength.
Crucially, that review also found the small interference to explosive strength was significant only when the aerobic and strength work were crammed into the same session with little gap between them. When the two were separated by several hours, even that effect faded. So for the goals most people actually have, building muscle and getting stronger, well-organised cardio does not kill your gains at all.
For hypertrophy and maximal strength, the modern evidence says cardio does not blunt your gains when it is programmed sensibly. Only explosive power is at any real risk, and mostly when you jam hard cardio right up against your lifting.
What actually drives interference when it happens
The useful part is that the research does not just say cardio is fine. It tells you exactly which dials turn interference up, which means you can turn them back down. The problem is never cardio itself. It is too much of the wrong kind, in the wrong place.

Notice what this means. The extreme end of the interference research, where gains really did suffer, looked like a lifter also training like a distance runner: many long, hard runs every week, often stacked onto lifting days. That is a genuine conflict. A few moderate cardio sessions a week, kept apart from your hardest lifting, sits nowhere near that territory.
How to lift and do cardio without losing muscle
Turning the research into a plan is simple. You keep the health and fitness benefits of cardio while protecting your strength and size by respecting the dials above.
- Separate your hardest efforts. Put your hard cardio and your heavy lifting on different days, or at least several hours apart. This alone removes most of the same-session interference the research found.
- If you must combine, lift first. When a session has both, do your heavy lifting while you are fresh, then finish with cardio. Do not fatigue your legs and nervous system with hard cardio before the lifts that build them.
- Favour low-impact cardio when in doubt. Cycling, rowing, incline walking and the like interfere less than lots of running, and they are gentler on recovery, so they stack more easily with a lifting programme.
- Keep cardio moderate in volume. A few sessions a week for health and conditioning is a world away from training like a marathoner. You are adding cardio to a lifting plan, not becoming an endurance athlete.
- Feed and recover the extra work. Cardio adds to your total workload, so eat enough, hit your protein, and protect your sleep. Under-recovering is what turns manageable training into lost gains, not the cardio itself.
It is rarely the interference effect. It is doing so much cardio that they burn far more than they eat, drift into a large deficit, and lose muscle to the shortfall. That is a nutrition problem, not a cardio problem, and the fix is eating enough, not fearing the treadmill.
Why the trade is worth it anyway
Even if a small amount of cardio cost you a sliver of theoretical maximum power, the exchange would still be worth it for most people. Cardiorespiratory fitness is one of the strongest predictors of long-term health, and skipping cardio entirely to protect gains is a poor trade for anyone who wants to be healthy as well as muscular.
The good news is you almost never have to make that trade. The modern evidence is clear that sensible cardio and serious lifting coexist happily. Build your training around heavy lifting, add the cardio you need for your heart, your conditioning and your enjoyment, keep the hard efforts apart, and eat enough to support both. Do that, and cardio will not kill your gains. It will just make you a fitter, healthier version of the strong person you are building.
