Almost everyone has one muscle that seems to ignore all their effort while everything around it grows. It is easy to blame genetics and move on. But when you look closely at how most people actually train that body part, the real reason usually shows up fast: it is getting far less hard, targeted work than the muscles that are growing. Genetics set the ceiling and the shape, but they rarely explain why a muscle has not moved in a year. This is a fixable problem, and the fix is more ordinary than the internet suggests.

First, work out why it is really lagging

- Not enough direct work. You train the muscle only as a bystander in compound lifts and give it very few sets of its own. This is by far the most common cause.
- A stronger muscle takes over. On the exercises meant to hit it, a bigger nearby muscle does most of the work, so the target barely gets loaded. Think shoulders and triceps stealing a chest press.
- Genuinely hard to feel. Some muscles, like rear delts, calves, or hamstrings, are easy to load with no real tension where you want it, because your technique lets other tissue absorb the force.
Count how many hard, direct sets that muscle gets in a normal week. Not the sets where it assists, the ones aimed at it. People are often shocked to find a lagging muscle gets three or four direct sets a week while their strong muscles get fifteen. That gap is usually the whole story.
The main fix: give it more direct volume
Weekly volume, meaning the number of hard sets a muscle does per week, is one of the strongest predictors of how much it grows. A 2017 meta-analysis found a clear dose-response relationship: within a sensible range, more hard sets per muscle per week produced more growth. If a muscle is lagging on a handful of direct sets, the most reliable move is simply to give it more.
The practical target for a muscle you want to bring up is the higher end of the useful range, roughly 12 to 20 hard sets per week, while pulling back slightly on the body parts that are already ahead. You cannot just pile volume onto everything at once, because your total recovery is limited. Bringing up a weak muscle usually means spending your recovery budget on it and easing off elsewhere for a while.

Adding a huge pile of sets in one week. Jump from 6 sets to 20 overnight and you will be too sore and too fatigued to train it well, which defeats the point. Add two or three sets a week and build up. Slow ramps are what your body can actually turn into muscle.
Make the muscle actually do the work
Volume only counts if the tension lands on the target. If a stronger muscle keeps taking over, adding sets just trains the strong muscle more. So alongside more volume, you often need to change how you load the lagging one.
Pick exercises that isolate it
Compound lifts are great, but they let strong muscles carry weak ones. To bring up a specific muscle, lean on exercises that give it nowhere to hide: machines and cables that fix the movement path, and single-joint isolation work. A cable rear-delt fly targets rear delts far more directly than a barbell row, where your back does most of the job.
Slow down and use a full range
Controlling the weight, especially on the way down, and taking the muscle through its full range of motion, particularly the stretched position, forces it to do the work rather than letting momentum help. For a lagging muscle, leaving the ego at the door and using a weight you can genuinely control is often what finally makes it grow.
For small, hard-to-feel muscles, deliberately focusing on contracting the target during each rep can meaningfully increase how much it works. It matters far less on big compound lifts, but for bringing up a stubborn small muscle, think about the muscle you are training and use a slower, controlled tempo.
Train it first, when you are fresh
Where a muscle sits in your session matters. Whatever you train first gets your best energy, focus, and effort. Muscles trained last, when you are tired, get sloppier reps and fewer of them. If your lagging body part is always at the end of the workout, it is getting your worst work every single time.
So flip the order. Put the lagging muscle at the start of your sessions, before the big lifts if you can tolerate it, or at least early on. This idea of training your weak points first is one of the simplest, most effective changes you can make, and it costs nothing. The muscle gets your freshest, hardest sets instead of the leftovers.
A lagging muscle will not transform in three weeks. Commit to a focused block of at least 8 to 12 weeks with higher volume, better technique, and priority placement, then judge the result with photos and measurements. If you keep switching plans every fortnight, nothing gets the sustained stimulus it needs to change.
