How deep should you squat: the depth debate

The idea that deep squats wreck your knees has been repeated for sixty years and it is mostly wrong. Here is what depth actually does, where the real limits are, and how deep you personally should go.

Almost everyone has heard some version of the warning: do not squat past parallel, it is bad for your knees. It sounds sensible and it is passed around gyms as settled fact. It is also, for healthy people using sensible loads, largely a myth that traces back to a single flawed study from 1961. The real picture is more interesting. Depth changes what a squat builds and where it loads you, and the honest answer to how deep you should go depends on your body, not on a rule someone repeated to you.

Where the knee myth came from

The belief that deep squats harm your knees is not something you inherited from careful science. It goes back to research published in 1961 that used questionable methods to claim deep squatting loosened the ligaments of the knee. That idea spread into coaching, physical education, and eventually gym culture, where it hardened into a rule that outlived the study behind it.

More recent and better designed research points the other way. A large review examining the load on the knee and spine across squat depths concluded that deep squats with submaximal loads do not increase the risk of injury to the passive tissues of the knee, and that half and quarter squats loaded with very heavy weights may actually favour wear in the knee and spine. In other words, the shallow squat people reach for to protect their knees can, under heavy load, be the harder option on the joints.

The honest framing

For a healthy person with no specific injury, going deep is not the danger. The danger is loading a squat, at any depth, faster than your body can adapt. Depth itself is not the villain the myth makes it out to be.

What the depth labels actually mean

People throw around words like parallel, full, and deep as if everyone agrees on them. Here is the plain version so you know what you are aiming at.

Depth is measured at the hip, not the knee. You have hit parallel when the crease at the front of your hip drops to the level of the top of your kneecap. Below that, you are into deep squat territory. The exact rock bottom you can reach depends heavily on your ankle and hip mobility and your build.

What you gain from going deeper

Depth is not just about ticking a box. A bigger range of motion changes what the squat builds.

Training a muscle through a longer range, especially loading it while it is stretched, tends to build more size and strength than working through a short range. Reviews comparing full and partial range training generally find full range produces similar or greater muscle growth and better strength across the whole range, particularly in the lower body. For the squat, going deeper loads the quads, glutes, and adductors more fully and carries over better to real world positions where you have to stand up out of a deep bend.

  • More muscle across the range, because the working muscles are loaded while lengthened, not just near the top.
  • Strength where you actually need it, since you build the ability to drive out of the hardest, deepest position.
  • Better mobility over time, as squatting to depth under control keeps your hips and ankles moving through their full range.
  • Honesty in your numbers, because a deep squat you own is a truer measure of leg strength than a heavy quarter squat.
Why this matters

If two people lift the same bar, the one squatting below parallel with control is doing more real work and, over time, usually building more. Depth is one of the simplest ways to make a squat harder without touching the weight.

How deep you should squat

Deeper is a good default, but it is not a rule to force. The right depth for you is the deepest position you can reach while keeping a stable, controlled spine and pelvis. Work through this.

  1. Aim for at least parallel as your standard. For most healthy people, squatting to at least parallel is a sensible baseline that captures most of the benefit and gives an honest measure of strength.
  2. Go deeper if you can keep your position. If you can pass parallel without your lower back rounding under and tucking, without your heels lifting, and without pain, a deeper squat is generally more, not less, productive.
  3. Stop where control breaks down. The moment your pelvis tucks hard under you at the bottom, or your heels come up, or your knees cave, you have found your current limit. Squat to just above that point and train the mobility to earn more range.
  4. Respect real injuries and expert advice. If you have a diagnosed knee, hip, or back problem, or you have been given specific guidance by a clinician, follow that over any general rule. This article is for healthy people, not a substitute for individual medical advice.
The one caveat that is real

The soft tuck of the pelvis some people get at the very bottom, often called a butt wink, is usually harmless at light loads and small ranges. It becomes worth managing when it is large and happening under heavy weight. Fix it by working ankle and hip mobility and squatting to the depth you can control, rather than forcing more range than your body currently owns.

Questions people ask

Are deep squats actually bad for your knees?
For healthy people using controlled loads, the evidence does not support the idea that deep squats damage the knees. A major review found deep squats with submaximal weights do not increase injury risk to knee tissues, while heavy partial squats may be harder on the joints. If you have a diagnosed knee problem, follow your clinician's advice rather than a general rule.
Do I have to squat below parallel?
You do not have to, but at least parallel is a sensible standard and going below it, when you can do so with a stable spine and no pain, tends to build more muscle and strength. The best depth is the deepest one you can control. Forcing more range than your mobility allows is not worth it.
What is butt wink and should I worry about it?
Butt wink is the small backward tuck of the pelvis some people get at the very bottom of a deep squat. At light loads and modest depth it is usually harmless. It becomes worth addressing when it is large and happening under heavy weight. The fix is improving ankle and hip mobility and squatting to a depth you can control.
Does squatting deeper build more muscle?
Generally yes. Training through a longer range, which loads muscles while they are stretched, tends to build similar or greater muscle size and better full range strength than short range partials, especially in the lower body. Deeper squats load the quads, glutes, and adductors more completely, provided you can reach the depth with good form.
