The bar sits in one of two places on your back, and the whole squat reshapes itself around that choice. Rest it high, on the muscle at the top of your shoulders, and you squat tall with the knees leading. Drop it a few centimetres lower, onto the shelf of your rear shoulder muscles, and you lean further forward and let your hips take over. Neither is correct or incorrect. They are two tools with different jobs, and once you understand what each one asks of your body, picking becomes easy.

What actually changes when you move the bar
The bar only moves a few centimetres between the two positions, but that small shift changes where your body has to balance the load. A loaded barbell wants to travel straight down over the middle of your foot. Your whole body arranges itself to keep it there. Move the bar lower on your back and you have to lean your torso further forward to keep that line over mid foot. Move it higher and you can stay more upright.
That forward lean is the whole story. In the low bar squat, the greater lean pushes your hips back and up, which loads the hip and posterior chain more heavily. In the high bar squat, staying upright drives the knees forward, which loads the quadriceps more. A review of the biomechanics research found this pattern consistently: the high bar squat shows greater knee flexion, less hip flexion, and a more upright torso, while the low bar squat shows greater hip flexion and more forward lean.
The bar position sets your torso angle, and your torso angle decides whether your hips or your knees do more of the work. Everything else about the two squats follows from that one difference.
The high bar squat
The bar rests across the meaty top of your trapezius muscles, just below the base of your neck. From there you squat with a relatively upright chest, the knees travelling well forward over the toes. It is the squat most people naturally reach for, and the one used in weightlifting because it mirrors the upright catch position of the clean.
- Muscle emphasis: more quad, still plenty of glute and adductor. A balanced leg builder that leans toward the front of the thigh.
- Depth: tends to allow a deeper squat because the upright torso lets you sink between the hips without folding over.
- Feel: most people find it more intuitive and less demanding on the lower back, since the trunk stays taller.
- Carryover: the go to for Olympic lifting, athletic quad strength, and anyone who wants a squat that feels natural.
The main requirement is ankle and mid back mobility. To stay upright and hit depth, your knees have to travel forward, which needs ankle range. Stiff ankles often push high bar squatters onto their toes or force an unwanted lean. Slightly raised heels or lifting shoes fix this for many people.
The low bar squat
The bar drops a few centimetres lower, onto the shelf formed by your rear shoulder muscles and mid traps, with the wrists and elbows tucked to hold it in place. Because the bar is lower on your back, you lean further forward to keep it over mid foot. That forward lean sends more of the work to the hips.
- Muscle emphasis: more hip, glute, and posterior chain, with the quads still contributing. The forward lean gives the glutes a longer lever to work through.
- Load: most people can lift somewhat more weight low bar, which is why powerlifters favour it under the rules that require squatting to depth.
- Depth: typically a slightly shallower bottom than a full high bar squat, though still to or below parallel.
- Demands: needs good shoulder and wrist mobility to rack the bar comfortably, and asks more of your lower back to hold the leaned over position.
Turning a low bar squat into a good morning. Under heavy weight, some lifters let the hips shoot up first and the chest drop, so the bar drifts forward. Keep the chest and hips rising together and the bar stacked over mid foot. If the bar creeps forward, the weight is winning.

Notice that neither column is a list of downsides. The differences are trade offs, not a winner and a loser. The heavier low bar total comes with more lower back demand. The comfortable high bar depth comes with slightly less load. You are choosing which trade off suits you.
How to choose
Work through these in order. The first honest answer usually settles it.
- Start with your goal. Competing in powerlifting or chasing your absolute biggest squat number points to low bar. Olympic lifting, sport, or general strength and muscle points to high bar. If you just want strong, capable legs, either works.
- Check your mobility. If your shoulders or wrists hurt trying to rack a low bar, that is your body telling you. If your ankles are stiff and you tip forward on a high bar, address the ankles or lean toward low bar while you work on them.
- Feel where it loads you. Do a light set of each. High bar should burn more in the quads, low bar more in the hips and glutes. Train the version that hits the area you want to build, or that simply feels stronger and more stable.
- Do not overthink it. You can train both, or switch over time. Beginners often do best starting high bar because it is more intuitive, then trying low bar once the pattern is grooved. The bar position matters far less than showing up and adding weight over months.
Both squats build strong legs. Bar position shifts the emphasis between quads and hips and changes how much you can load, but it does not decide whether you get results. Consistency and progressive overload do that. Pick the one you will squat well and often.
