You have almost certainly heard it: eat small meals every two to three hours to keep your metabolism burning like a well-fed fire, and never let it drop into fat-storing mode. It sounds intuitive and it has launched a thousand meal-prep routines. It is also, for the purpose of speeding up your metabolism, essentially wrong. When researchers test it properly, the number of meals you eat has little to no effect on how many calories you burn. What matters is how much you eat in total, not how you slice it up across the day.

What actually raises the thermic effect
If you genuinely want to burn a bit more through digestion, the lever is not frequency, it is what your meals are made of. The three macronutrients cost very different amounts of energy to process, and the differences are large enough to matter over a day.
Protein has by far the highest thermic effect: your body spends 20 to 30 percent of protein calories just handling them, versus a few percent for fat. That is one reason a higher-protein diet gently nudges your daily burn upward and keeps you fuller. So the real, evidence-backed version of "eat to boost your metabolism" is eat more protein, not eat more often. What is on the plate beats how many plates there are.
So how often should you eat?
Here is the freeing part. Since meal frequency does not change your metabolism, you get to choose it based on what actually helps you eat well and feel good. There is no wrong answer, only what fits your life and appetite.
- If frequent small meals keep you from getting ravenous and overeating later, eat more often. That is a real benefit, just not a metabolic one.
- If three meals suit your schedule and keep you satisfied, that is completely fine, and often simpler to manage.
- If you prefer two larger meals or a shorter eating window, that works too, as long as your total intake and protein land where you want them.
- Whatever the pattern, aim to include protein at each meal, since spreading protein supports muscle better than piling it into one sitting.
