Sports drinks are marketed as if every workout needs one, with bright colours and athletes glistening on the label. But the product was designed for a specific job: keeping endurance athletes fuelled and hydrated through hours of hard, sweaty effort. Held up against a normal gym session or a half-hour run, that job mostly disappears. For the vast majority of everyday training, water covers it, and the sports drink is a sugary extra you did not need. Knowing where the real line sits saves you money and needless calories.

What sports drinks are actually for

A sports drink is not just flavoured water. It is engineered to do two things during long exercise: deliver carbohydrate to keep your working muscles fuelled, and replace electrolytes, mainly sodium, that you lose in sweat. Most sit around a 6 to 8 percent carbohydrate concentration, a range chosen because it delivers energy without slowing how fast fluid empties from your stomach.

That design tells you exactly who it is for: someone exercising hard for long enough that their fuel stores start to run down and their sweat losses add up. A marathoner, a long-course cyclist, a footballer through a full match in the heat. For those efforts, the science is clear that carbohydrate and fluid together help maintain performance. The problem is that the same product gets sold to someone doing 40 minutes of weights, where none of that applies.

Why water wins for a normal workout

For a typical session, whether that is weights, a class, or a 30 to 45 minute run, your body has plenty of stored fuel to get through, and your sweat losses are modest and easily replaced afterwards. There is no performance benefit to sipping sugar water through a workout your muscles are already fuelled for. Plain water keeps you hydrated during the session, and your next normal meal restores the small amounts of sodium and carbohydrate you used.

There is also a downside worth naming. A standard 500 millilitre bottle of sports drink carries a real dose of sugar and calories. If you are training partly to manage your weight, drinking those calories during a session can quietly undo a chunk of the effort. For everyday workouts, that is the opposite of what you want. Water costs nothing and does the job.

To see the scale of it, put the common options side by side for a single 500 millilitre bottle. A typical isotonic sports drink sits near 6 percent carbohydrate, which is about 30 grams of sugar, roughly the same as six teaspoons. A stronger energy formula can reach 8 percent, closer to 40 grams. For a 45 minute weights session that might burn 250 to 350 calories, sipping a full bottle of the stronger drink can hand back around half of that.

This is not a food-type question at all. Whatever you eat, a normal workout runs on the fuel already in your muscles. A balanced meal, plant-based or otherwise, before and after your session covers energy and electrolytes without any sports drink.

When a sports drink genuinely helps

This is not a case for never touching them. There are clear situations where a carbohydrate-electrolyte drink is a sensible tool rather than a gimmick. The common thread is duration, intensity, and heat.

  • Continuous hard efforts beyond about 60 to 90 minutes, such as long runs, rides, or matches, where topping up carbohydrate helps you hold your pace.
  • Hot-weather endurance sessions, where sweat losses of fluid and sodium are high over a long period.
  • Back-to-back training, like a tournament or a double session, where you need to refuel quickly between efforts.
  • Very heavy, salty sweaters doing long sessions, who lose more sodium than average.
  • Situations where eating solid food is impractical mid-effort, so drinking your carbohydrate is simply easier.

In these cases, aiming for roughly 30 to 60 grams of carbohydrate per hour supports performance, and a sports drink is one convenient way to get both that fuel and your fluid at once. It is not the only way, plenty of endurance athletes use food, gels, or diluted juice, but it is a legitimate, evidence-backed option when the effort is long enough to warrant it.

Putting it into practice

The simplest rule of thumb: default to water, and reach for a sports drink only when the session is genuinely long, hard, or hot. If you enjoy the taste and the calories fit your day, an occasional sports drink after a normal workout will not hurt you, it is just not doing anything special. Treat it as a treat, not a training necessity.

If you do want a carbohydrate-electrolyte drink for those genuinely long efforts, you do not have to buy one. Mixing your own hits the same 6 to 8 percent carbohydrate target for a fraction of the price, and you control exactly what goes in. The numbers below make one 500 millilitre bottle.

  1. Start with 500 millilitres of water. Cool water is easier to drink in volume and empties from the stomach at a reasonable rate during exercise.
  2. Add about 30 grams of carbohydrate. That is roughly two level tablespoons of sugar, or you can swap in 250 millilitres of fruit juice topped up with 250 millilitres of water for the same ballpark. Either way you land near the 6 percent target.
  3. Add a small pinch of salt, around 0.5 grams. That contributes roughly 200 milligrams of sodium, the electrolyte you lose most in sweat. It also makes the drink taste less flat.
  4. Taste and adjust, then practise it first. Try your mix on a training day before relying on it in an event, since gut comfort is individual. For any workout under 60 to 90 minutes you still do not need this, plain water is enough.

And for the long efforts where it does help, remember that plain water alone is not automatically the safer choice. Over hours of sweating, drinking only water while losing sodium can dilute your blood sodium to dangerous levels. That is precisely the scenario a sports drink is built for, and one more reason its real home is the long, hot session rather than the everyday one.

Under 60 to 90 minutes, drink water. Over that, in heat or at high intensity, a carbohydrate-electrolyte drink earns its place. Match the drink to the demand, not to the marketing.
