Few nutrition worries are as sticky as the fear of too much protein. It supposedly overloads your kidneys, strips calcium from your bones, and dehydrates you. These claims sound plausible and get repeated everywhere, yet when researchers actually feed people high-protein diets and measure what happens, the scary version mostly fails to appear. There is a real answer to how much is too much, but it is far less dramatic than the folklore. Let us separate what the controlled studies show from what got passed along the grapevine.
The short version
- In healthy people with healthy kidneys, high-protein diets have **not** been shown to damage kidney function. This is the single most persistent myth and it does not survive the evidence.
- A one-year study had trained men eat about 3.3 grams per kilogram, roughly four times the standard intake, with no harm to blood markers, liver, or kidneys.

The kidney myth, examined
The kidney fear is the big one, so it deserves the closest look. The idea goes like this: protein produces waste that the kidneys must filter, so more protein means harder-working kidneys, and harder-working kidneys must eventually wear out. The first two steps are true. The last one is where it falls apart.
A 2018 systematic review and meta-analysis pooled more than two dozen studies and compared higher-protein diets against normal or lower ones in healthy adults. Higher protein did raise the glomerular filtration rate, a measure of how much blood the kidneys process, but this is a normal, healthy adaptation, like your heart beating faster when you climb stairs. When the researchers looked at whether kidney function actually changed for the worse over time, they found no difference between the higher and lower protein groups.
Protein restriction genuinely helps people who already have kidney disease, by easing the load on damaged kidneys. Somewhere along the way that useful clinical advice got flipped into "protein damages healthy kidneys", which the evidence does not support.
This is the one place the caution is real. If you have chronic kidney disease, are on dialysis, or have been told to limit protein, the general fitness targets do not apply to you. Follow your kidney team's guidance. For everyone with healthy kidneys, the fear is not backed by the data.
What happens when people eat a lot
Rather than argue in theory, some researchers simply fed people very high protein and measured the fallout. In one crossover study, resistance-trained men spent phases eating their normal diet, then a high-protein diet averaging 3.3 grams per kilogram of body weight, which is roughly four times the standard recommendation. A follow-up pushed a similar group to 3.4 grams per kilogram for months alongside heavy training.
The results were reassuring and slightly boring, which is exactly what you want from a safety study. There were no harmful changes in the markers of kidney function, liver function, or blood lipids. The very high protein did not damage health, and it did not magically add fat either, despite the large jump in calories from protein. These are small studies in fit young men, not proof that everyone should eat that much, but they set a useful ceiling: even extreme intakes did not produce the harms the myths predict.
Bones, hydration, and the smaller worries
The calcium and bone claim
For years the story was that protein makes your blood more acidic, forcing your body to pull calcium from bone to buffer it, weakening the skeleton. It sounded mechanistic and convincing. It also turned out to be wrong at the level that matters. Current reviews find that adequate protein is associated with better bone density and a lower fracture risk, not worse, especially when calcium intake is sufficient. Protein is part of the bone matrix itself, so starving it does bones no favours.
Dehydration
Higher protein does increase the water your kidneys use to clear its by-products, so very high intakes can nudge up your fluid needs. The fix is trivial: drink when you are thirsty. This is a reason to keep a water bottle handy, not a reason to fear protein.
Digestion and comfort
The most common real downside of a sudden high-protein push is unglamorous: some people feel bloated, constipated, or just uncomfortably full. That is usually a fibre and fluid problem, not a protein danger. Bringing protein up gradually, keeping plenty of vegetables, fruit, beans, and whole grains in the mix, and drinking enough water sorts it out for most people.
So where is the real limit?
"Too much" turns out to have two different meanings, and they get muddled. There is too much for your health, and too much to be useful. They sit in very different places.

The practical takeaway: for a healthy person, going above the muscle-building plateau of around 1.6 to 2.2 grams per kilogram is not dangerous, it is just inefficient. Those extra grams are calories that could have come from carbohydrate or fat, or been saved entirely. The problem with eating way too much protein is rarely toxicity. It is that protein-heavy foods can crowd out fruit, vegetables, and fibre, and that the calories still count if fat loss is your goal.
Aim for enough protein to build and protect muscle, roughly 1.6 to 2.2 grams per kilogram if you train, and stop stressing about an upper safety limit you are unlikely to reach. If your kidneys are healthy, protein is one of the safer things on your plate.
