Fibre is the one nutrient almost everyone agrees we need more of, and almost nobody eats enough of. This is not a willpower problem or a sign that people do not care about their health. It is baked into how modern food is made, sold, and eaten. Refining strips fibre out, convenience foods rarely add it back, and the foods richest in fibre are often the ones that get pushed to the edge of the plate. Once you see where the fibre leaks out of an ordinary day, closing the gap becomes a handful of small swaps rather than a diet overhaul.

How big the gap really is
Public-health bodies settled on a clear number after reviewing the evidence: adults should aim for about 30 grams of fibre a day. That target came out of the 2015 review by the UK Scientific Advisory Committee on Nutrition, which tied higher fibre intake to lower rates of heart disease and bowel cancer. The trouble is the distance between the target and reality.
The average adult eats roughly 18 grams a day, well short of the goal. And when researchers look at how many people actually reach 30 grams, the answer is bleak: only around 9 percent of adults hit it. In the United States the picture is similar, with national surveys suggesting only about 5 percent meet their recommendation. This is not a fringe problem affecting a careless few. Falling short is what almost everyone is doing.
Where the fibre disappears
Fibre does not vanish by accident. It is removed, skipped, or crowded out at specific points in an ordinary day. Naming those points is the whole trick, because each one is also a place you can add fibre back.
Refining strips it out
White bread, white rice, and standard pasta are made by removing the bran and germ of the grain, which is exactly where most of the fibre lives. A slice of white bread has a fraction of the fibre of a wholegrain slice. When the base of most meals is refined grain, the day starts with a fibre deficit that the rest of the plate has to make up.
Convenience foods rarely add it back
Ready meals, takeaways, crisps, and most snack foods are built for taste, shelf life, and cost, not fibre. They tend to be low in the whole plant foods that carry it. A day that leans on convenience is usually a low-fibre day by default, even when the calories are high.
Plants get pushed to the edge
Vegetables, beans, lentils, whole fruit, nuts, and seeds are the richest fibre sources, and they are often treated as optional. A small side of veg next to a large portion of meat and refined carbs will not get you near 30 grams. The foods that would close the gap are frequently the smallest thing on the plate.
Why the shortfall matters
It would be easy to shrug off fibre as a comfort issue, something that only matters when you are constipated. It is much bigger than that. A large 2019 review in The Lancet pooled data from nearly 250 studies and trials and found that people with the highest fibre intakes had a 15 to 30 percent lower risk of dying from heart disease and from any cause, compared with those eating the least.
The same body of evidence links higher fibre to lower rates of stroke, type 2 diabetes, and bowel cancer, along with lower blood pressure and cholesterol. The benefit kept climbing across the range studied, with the clearest gains once people were eating in the region of 25 to 29 grams a day. In other words, the gap between 18 and 30 grams is not trivial. It sits right in the zone where the health returns are strongest.
The everyday benefits show up sooner than the long-term ones. Fibre adds bulk and softness to stool, which keeps you regular and cuts the risk of constipation, and it slows how fast your meal turns into blood sugar, which flattens the energy spikes and crashes that leave you hungry an hour after eating. It also keeps you fuller for longer, which quietly helps with weight because you are less likely to snack out of hunger. So the shortfall shows up as both a slow health cost and a daily one, in energy, appetite, and digestion you might not have connected to fibre at all.
The word covers several different plant compounds that behave differently in the body. Soluble fibre helps steady blood sugar and lower cholesterol, while insoluble fibre adds bulk and keeps things moving. You do not need to track the types. Eating a range of plant foods gives you a mix automatically.
How to close the gap without a diet overhaul
The good news is that the gap is usually about 12 grams, and a small number of swaps covers most of it. You do not need to count fibre forever. You need to change a few default choices so that fibre rides along with meals you were going to eat anyway.
- Switch your grains to wholegrain. Wholemeal bread, brown rice, wholewheat pasta, and oats instead of their refined versions. This single change can add 5 to 10 grams a day and requires no extra meals.
- Build a bean habit. A tin of beans, lentils, or chickpeas stirred into a stew, salad, or pasta sauce adds around 7 to 10 grams and costs very little. Beans are the highest-impact, lowest-effort fibre move most people are missing.
- Eat fruit with the skin on. An apple, pear, or handful of berries as a snack adds 3 to 5 grams. Leaving skins on apples, pears, and potatoes keeps the fibre that peeling throws away.
- Anchor breakfast with fibre. Porridge, wholegrain toast, or a bowl of high-fibre cereal turns the meal most likely to be low fibre into one that starts the day 8 to 10 grams ahead.
If your intake is currently low, jumping straight to 30 grams can cause gas and bloating while your gut adjusts. Add a few grams at a time over two to three weeks, and drink more water as you go. The discomfort is temporary and settles as your gut bacteria adapt.
If you eat plant based, you are often ahead here, because beans, lentils, whole grains, nuts, and vegetables are already central to the plate. The same swaps still apply, and a varied plant-based day frequently clears 30 grams without special effort. For everyone else, the aim is simply to stop treating fibre-rich foods as the optional extra and start treating them as the base of the meal.
