The headline is fibre. Brown rice delivers roughly four times the fibre of white rice per serving, and that fibre is the main reason it edges ahead for gut health and fullness. Calories are close enough to ignore. If you eat rice most days, choosing brown adds up to meaningfully more fibre over a week without you doing anything clever.
The blood-sugar question

Second, the effect per portion is small, and switching to whole grains in general beat switching to brown rice specifically. The practical read is that whole grains are a good bet, and brown rice is one easy way in, not a magic swap.
The arsenic point people skip
Here is where brown rice loses a round. Rice absorbs more arsenic from soil and water than most crops, and inorganic arsenic concentrates in the bran, the exact layer brown rice keeps. So brown rice tends to carry more arsenic than white rice of the same type. For most adults eating normal amounts, this is a minor concern, but it is worth managing if rice is a daily staple, and it matters more for young children.
- Rinse the rice before cooking. Wash it under running water until the water runs clearer. This removes some surface arsenic.
- Cook in plenty of water. Use a large volume of water, like cooking pasta, then drain the excess. Regulators note this can cut inorganic arsenic substantially.
- Vary your grains. Rotate in oats, quinoa, barley, and others so rice is not your only staple every single day.
Guidance from food-safety agencies flags infants and young children as the group to protect most, because they eat more relative to body weight. For them, limit rice-based cereals and vary grains. Healthy adults eating rice a few times a week do not need to worry.
So which should you eat?
Both are fine foods. The right answer depends on the meal and the goal rather than a universal ranking.
- Everyday meals and gut health: brown rice, or a mix, for the extra fibre and minerals.
- Around hard training or endurance events: white rice, because it is easy to digest and gives quick, low-fibre fuel when you do not want a heavy gut.
- Sensitive stomach or gut flare-ups: white rice is gentler and less fermentable.
- Daily staple with young kids: manage arsenic by rinsing, cooking in extra water, and rotating grains, and lean on white or varied grains for the youngest.
Pick based on the meal, not on guilt. A mixed diet with both white and brown rice, plenty of vegetables, protein, and varied grains beats obsessing over a single ingredient.
