Walk into any gym and someone is doing curls, then dropping straight into pushdowns with no rest. That pairing is a superset. The word gets used loosely for anything done back to back, but the idea underneath is simple and useful: you overlap the rest of one exercise with the work of another, so you get more done in less time. The interesting question is whether that shortcut costs you muscle or strength. The honest answer, from recent research, is mostly no, as long as you pair your exercises sensibly.

What the word actually means
A superset is two exercises done one after the other with little or no rest between them, followed by a single rest period before you repeat the pair. That is the whole definition. If you curl a dumbbell, put it down, and immediately do a set of triceps pushdowns before resting, you have done one superset.
The point is efficiency. In traditional training you do a set, rest one to three minutes, then do the next set of the same exercise. A superset fills part of that rest with useful work on a different movement. Over a full session, those recovered minutes add up fast, which is why supersets are the classic answer to "I only have 40 minutes today".
A superset is usually two exercises. A circuit strings together three or more, often for the whole body, cycling through with minimal rest. Think of a circuit as a superset with more stations. The efficiency logic is the same.
The main types you will see
"Superset" covers a few different pairings, and they are not equal. The difference comes down to whether the two exercises compete for the same muscle or leave each other alone.

For almost everyone, the antagonist superset and the upper-lower superset are the sweet spot. Because the two exercises use different muscles, the muscle you just trained gets a real rest while you work the other one, so neither set is compromised much. You get the time saving with very little downside.
Do supersets really save time without costing gains?
This is the question that matters, and it now has a decent answer. A 2025 systematic review and meta-analysis in the journal Sports Medicine pooled the superset research and found that, compared with traditional straight sets, supersets cut training time roughly in half while producing similar long-term gains in maximal strength, strength endurance, and muscle size. Training volume and muscle activation held up too.
That fits a broader review of time-efficient training, which concluded that supersets, especially antagonist pairings, are one of the most effective ways to compress a session without watering down the stimulus. The catch the researchers flag is honest: supersets tend to feel harder and produce more short-term fatigue and a higher heart rate, so the work is denser, not free.
If your main constraint is time, supersets are a genuinely good deal. You get most of the results in about half the clock time, as long as you keep pushing your sets close to failure.
When a superset works against you
The efficiency only holds when the two exercises do not fight each other. Pair two moves that hammer the same muscle back to back, and the second one falls off a cliff. Squat heavy, then immediately leg press, and your legs are already fatigued, so the weight or reps on the leg press drop. You did save time, but you also lost load, and load is a big part of the growth signal.
There is also a practical problem in a busy gym: a superset ties up two pieces of equipment at once. That is fine with a pair of dumbbells or a bench and a bar, but trying to hold a squat rack and a cable station during peak hours is a good way to annoy everyone. Pick pairings that use kit you can realistically camp on.
Avoid supersetting your heaviest, most technical lifts, like a max-effort squat or deadlift. Those deserve full rest so you can move real weight with clean form. Save supersets for your accessory and isolation work, where a little extra fatigue does not compromise safety.
How to build supersets into your session
You do not need to redesign your program. Take the exercises you already do and pair the compatible ones.
- Keep your big lifts on straight sets. Do your main heavy movement, such as a squat, press, or deadlift, with full rest. This is where load and form matter most.
- Pair opposing or unrelated accessories. Superset a push with a pull, or an upper move with a lower move. Chest and back, biceps and triceps, quads and hamstrings all work well.
- Rest once after the pair. Do exercise A, go straight into exercise B, then take your normal rest before repeating. Aim for the same rest you would take between straight sets.
- Still take sets close to failure. Efficiency does not mean easy. Keep each set within a couple of reps of failure so the stimulus stays high.
- Check the equipment is free. Only pair moves whose kit you can hold together without blocking other people, especially at busy times.
Done this way, a session that took an hour of straight sets can often be finished in 35 to 40 minutes with the same amount of hard work. That is the real value of the superset: not more gains, but the same gains from less of your day. This works identically whether you train with barbells, dumbbells, machines, or bands, so a home setup or a plant-powered lifter on a tight schedule benefits just as much.
