Eat more than maintenance and the extra gets stored. Eat right at it and your weight holds. Fat loss is not about a magic food or a forbidden one, it is about spending more energy than you take in, day after day, for long enough to matter.

The classic shortcut says one pound of body fat holds roughly 3,500 calories, and a kilogram roughly 7,700 calories. So a deficit of about 500 calories a day was said to burn close to a pound a week. It is a fine place to start, but as you will see, that clean number quietly overstates how fast you will lose once your body adapts.
Find your maintenance number first
You cannot set a deficit until you know the number you are dropping below. There are two honest ways to find it, and using both together beats either one alone.
Estimate it with an equation
The Mifflin-St Jeor equation is the most reliable of the common formulas for resting metabolism. It gives your resting energy expenditure, the calories you would burn lying still all day, which you then scale up for activity.

Take that resting figure and multiply by an activity factor to reach your full maintenance estimate.

Observe it from real life
Equations carry a margin of error of around 10 percent because they cannot see how much you move outside the gym. The more personal method is to log everything you eat honestly for one to two weeks while your weight stays flat. That average daily intake is your maintenance, measured on the only body that matters, yours.
Start with the equation to get a ballpark, eat at that number for two to three weeks, and watch the scale trend. If your weight is holding, that is your real maintenance. If it is drifting up or down, adjust the number to match what you observe.
Turn maintenance into a deficit
Once you have a maintenance number, a deficit is just subtraction. Sizing it as a percentage of maintenance is smarter than using a flat figure, because a 500 calorie cut is gentle for a large, active person and brutal for a smaller one. A percentage scales to you.

A larger deficit does not reliably mean faster fat loss. Beyond a point it costs you muscle, energy, and adherence, and the extra hunger tends to catch up with you. Going hard for a week only to binge on the weekend nets out worse than a steady, modest cut.
Why the neat maths drifts
The 3,500-calories-a-pound rule assumes fat loss marches on in a straight line forever. It does not. Careful mathematical modelling of human metabolism shows that as you lose weight, you also burn less: a smaller body costs less to run, and your body dials down energy expenditure a little in response to eating less. The result is that weight change is slow and tapering, not linear: about half of the eventual change arrives in the first year, with a full plateau taking closer to three, rather than the scale dropping steadily off a cliff.
In plain terms, the same 500 calorie deficit that stripped off close to a pound a week at the start will strip off less six weeks in, because maintenance itself has fallen. This is normal, not a sign you are broken or that your metabolism is ruined. It just means a deficit is a moving target you re-check, not a number you set once and forget.
How to run a deficit without losing your mind
- Pin down maintenance. Use the equation for a starting number, then confirm it against two to three weeks of real intake and scale trend.
- Subtract a moderate amount. Take 15 to 20 percent off maintenance. Round to an easy number you can remember and repeat.
- Judge progress on the trend, not the day. Weigh most mornings and watch the weekly average. Daily swings from water, salt, and digestion mean nothing on their own.
- Re-check every few weeks. When loss stalls for two to three weeks despite honest eating, trim another small amount or add movement, rather than slashing food in a panic.
You do not have to weigh every gram forever. Counting calories is the most precise tool, but a plate method, hitting a protein target, or simply repeating a few meals you have already measured can hold a deficit just as well. The goal is a gap you can sustain, not a spreadsheet you come to dread.
