Named after a strongman who supposedly had no squat rack and had to pick the bar up in his arms, the Zercher squat carries the barbell in the crooks of your elbows, held tight to your chest. It looks awkward and the bar digs into your arms, which is why almost nobody does it. That is a shame, because the front load does something few other squats manage: it forces you into a tall, braced, honest position and makes your core and legs work as one. If you want a squat variation that is kinder to your lower back, brutal on your midsection, and carries straight over to real world lifting, the Zercher deserves a look.
The short version
- The bar sits in the crooks of your elbows, held against your chest, so the load is in front of your body rather than on your back.
- That front load forces a naturally upright torso. You physically cannot lean forward the way you can under a back squat, which changes everything about the lift.
- It hammers the quads, glutes, upper back and core together, and the bracing demand on your midsection is enormous.

- Start light and pad the bar. The discomfort in your arms is the main barrier, not the difficulty of the movement itself.
What the Zercher squat is
In a back squat the bar sits across your shoulders. In a front squat it rests on the front of your shoulders. The Zercher squat moves the load lower and further forward still: you cradle the bar in the crooks of your elbows, arms bent and hugged into your chest, and squat with it held there. The name comes from Ed Zercher, an old time strongman who trained in a bare bones gym and lifted the bar this way out of necessity.
Holding weight out in front of your body like this has a big consequence. To avoid tipping forward, your body is forced to stay upright and to brace hard through the trunk. You cannot round over or lean the way you might under a heavy back squat, because the load would pull you straight down. The Zercher builds its own good position into the lift. That is its main appeal, and the reason it teaches an honest, tall squat almost by force.
The further forward you hold a load, the more upright you must stay to balance it. The Zercher takes that principle to its extreme, which is why it is such a good teacher of a tall, braced squat for people who collapse forward under a bar on their back.
Why it is such a good strength builder
The Zercher trains a lot of muscle at once. Your quads and glutes drive the squat, your upper back and biceps work to hold the bar tight to your chest, and your entire core braces to keep you upright against a load trying to fold you forward. That whole body demand is why it feels so much harder than the weight on the bar suggests.
The front load also changes the mechanics in a useful way. Research comparing front loaded and back loaded squats has found that carrying the weight in front tends to place less compressive force on the knee for a given effort, while still recruiting the working muscles hard. A well known biomechanical study by Gullett and colleagues showed the front squat produced lower knee compressive forces than the back squat with similar overall muscle recruitment. The Zercher sits even further forward, so it shares that back and knee friendly character, which is part of why lifters with cranky lower backs often get on well with it.
Then there is carryover. Picking a heavy object up and holding it against your chest is one of the most common real world lifting patterns there is, from a sandbag to a child to a bag of cement. The Zercher trains almost exactly that, which is why strongman and general strength coaches prize it. Few gym lifts transfer so directly to lifting awkward heavy things in daily life.
How to do it step by step
The Zercher has a learning curve, mostly around getting the bar into position and tolerating the pressure on your arms. Start very light, use a pad or a folded towel over the bar, and build up slowly. The movement itself is simple once the load is comfortable.
- Set the bar in a rack at belly height. Position the barbell on the pins or hooks at roughly the height of your navel, so you can hook your arms under it without having to deadlift it up. Pad the bar if the pressure bothers your arms, which it will at first.
- Hook your arms under the bar. Slide your bent arms under the bar so it rests in the crooks of your elbows. Bring your hands together in front of your chest, either clasped or in loose fists, and hug the bar tight against your body.
- Stand tall and brace. Lift the bar out of the rack, step back, and set your feet about shoulder width. Take a big breath into your belly and brace your whole midsection hard. This brace is doing more work than you think.
- Squat down between your legs. Sit down and back, keeping your torso tall and your elbows tracking down inside your knees. Because of the front load, you will stay much more upright than in a back squat. Go as deep as you can while staying braced and tall.
- Drive up out of the bottom. Push through your whole foot and stand back up, keeping the bar hugged to your chest and your torso upright the whole way. Do not let the weight pull your chest down.
The number one reason people quit the Zercher is that the bar hurts their arms. A bar pad, a folded towel, or a foam sleeve removes almost all of that, letting you focus on the lift instead of the pinch. This is not soft. Even strong lifters pad the bar.
Common faults and quick fixes

Most Zercher problems trace back to two things: not enough padding, and not enough bracing. Fix the padding so you can actually train, then treat the brace as the main event. If a rep feels like it is folding you forward, that is your core telling you to either brace harder or take weight off the bar.
How to fit it into your training
The Zercher squat is best used as a secondary lift or an accessory, not usually as your main heavy squat. Its awkward hold limits how much you can load compared with a back squat, and the pressure on your arms caps very heavy work, so it shines in the moderate rep ranges where you can keep good position.
A sensible way to use it is a few sets of 5 to 10 reps, once or twice a week, either after your main squat or on a day where you want an upright, core heavy leg session. It pairs especially well for lifters who round forward under a back squat, or who want a squat that is gentler on the lower back. Add weight slowly and keep the reps clean. As with any lift, progress comes from small honest increases over time, not from piling on plates and losing your upright position.
Because the bar is held in your arms and crushed against your chest, grinding a near maximal Zercher is uncomfortable and hard to bail from safely. Keep a couple of reps in reserve, train it for quality and position rather than one rep maxes, and leave the true limit work to your main squat and deadlift.
