The lunge: how to do it right for stronger legs

The lunge trains each leg on its own, which is why it builds strength and balance that a two-legged squat can miss. Done well it is one of the best leg builders you own. Done sloppily it just wobbles.

The lunge looks simple, and that is exactly why so many people do it badly. You step, you drop, you stand, and somewhere in there your knee caves, your torso tips, and your balance goes. But the lunge earns its place for one reason a squat cannot match: it loads one leg at a time. That single-leg demand builds strength, muscle, and balance in each side on its own terms, and it quietly exposes the weaker side you have been hiding behind your stronger one. Get the shape right and it becomes one of the most useful leg exercises you own.

Why the lunge is worth the wobble

When you squat, your two legs share the load and cover for each other. Your stronger side can quietly do more of the work, and you might never notice. The lunge takes that hiding place away. With most of your weight on one leg, each side has to hold its own, which is why lunges expose and then fix side-to-side imbalances that a barbell squat can paper over.

There is a practical payoff too. Almost everything you do in daily life and sport happens on one leg at a time: walking, running, climbing stairs, changing direction. Training that pattern directly carries over in a way two-legged lifts do not fully cover. Research on single-leg work tends to find it builds real strength and muscle, and it improves the kind of balance and control that shows up when you actually need it.

The imbalance finder

The first time most people lunge properly, one side feels noticeably steadier and stronger than the other. That is not a problem, it is information. The lunge just found a gap your squat was hiding. Train both sides honestly and the gap closes.

The setup: stance length and stack

Almost every bad lunge starts with a step that is the wrong length. Too short and your front knee shoots way past your toes while your torso pitches forward. Too long and you cannot bend your back knee or drive cleanly out of the bottom. The right step is the one that lets both knees reach roughly a right angle at the bottom.

  1. Step to a length that lets both knees bend to 90 degrees. At the bottom your front thigh is about parallel to the floor and your back knee is sinking straight down toward it. Your feet stay about hip width apart, not stacked on a tightrope, so you have a base to balance on.
  2. Keep your front shin close to vertical. Your front knee tracks forward over your foot but does not dive far past your toes. If your knee is way out in front, your step was too short. Lengthen it and the shin settles.
  3. Stand your torso tall. Chest up, ribs braced down, a slight natural lean is fine but you are not folding over your front thigh. An upright torso keeps the load balanced between your quad and glute instead of dumping it all onto your knee.
  4. Sink the back knee, do not slam it. Lower under control until your back knee is an inch or two off the floor, then reverse. Bouncing it off the ground is how you bruise a kneecap and lose the tension you are trying to build.
Shorter step, longer step

A shorter step puts more of the work on the front quad and lets the knee travel forward more. A longer step shifts the emphasis toward the glute and hamstring of the front leg and keeps the shin more upright. Neither is wrong. Pick the one that matches the muscle you want to train and how your knees feel.

Where the power comes from: the front heel

Here is the cue that changes the most lunges: drive up through your front heel, not your back foot. Your back leg is mostly there for balance. When you push through the front heel, the work lands in the front glute and quad, which is exactly where you want it. When you shove off the back toes instead, you turn the lunge into a half-hearted step and rob the working leg of the load.

You should feel the front thigh and glute do the standing up. A useful check: at the top of each rep, most of your weight should already be over the front foot, with the back foot light enough that you could tap it off the ground. If you cannot, you are leaning on the back leg more than you think.

Knee tracking and the balance problem

The other common fault is the front knee caving inward on the way up. This is usually a balance and glute issue, not a knee issue. When your side glute (the one on the outside of your hip) is not holding your thigh in line, the knee drifts in toward the midline under load. The cue is to think about spreading the floor or pointing your knee toward your little toe as you drive up.

Balance itself is a skill, and it is completely normal to wobble at first. The mistake is trying to fix a wobble by adding weight and gritting through it. That just teaches your body to brace badly. Instead, build the balance directly, then load it.

  • Start with a split squat, not a stepping lunge. Set your feet in the lunge position and stay there, going straight up and down. Removing the step removes most of the balance challenge so you can groove the shape.
  • Slow the descent. A two to three second lower-down gives you time to feel where your weight is and correct before you dump into the bottom.
  • Widen your feet slightly. Stacking your feet on one line makes balance far harder than it needs to be. Keep them about hip width apart, side to side.
  • Add load only when the pattern is smooth. Bodyweight first, then dumbbells at your sides, then heavier. Balance leads, weight follows.
The knee caving in

If your front knee keeps caving inward even at bodyweight, it is a strength and control gap in your glutes, not a sign to stop lunging. Cue the knee out toward your little toe, slow down, and add some direct glute work. Grinding heavier reps with a caving knee just grooves the fault under more load.

Which lunge should you actually do?

Lunge is a family, not one exercise. The forward lunge is the classic but also the hardest to balance and the one people tend to feel most in their knees, because you have to decelerate as you step out. Most people learn faster and feel better on one of the other versions first.

Should my front knee go past my toes when I lunge?
A little is fine, especially on a shorter step. What you want to avoid is the knee diving far out past your toes while your torso pitches forward, which usually means your step is too short. Lengthen your step so your front shin is closer to vertical and both knees bend to about 90 degrees. For healthy knees, a natural amount of forward travel is not the danger it was once made out to be.
Why do I wobble so much when I lunge?

If your knees complain, start there, keep your step long enough that the knee is not diving forward, and drive up through your front heel. Persistent knee pain is worth getting checked individually.
