Calves have a reputation as the muscle that will not grow, and for many people that reputation is earned. But it usually is not down to hopeless genetics. It is down to how calves get trained, which is an afterthought at the end of leg day, a couple of half-range sets bouncing on a machine, and then months of wondering why nothing changed. The calf is two muscles with different needs, it responds to being loaded at long lengths, and it takes more hard, honest work than most people give it. Fix those three things and stubborn calves start to move. Genetics still sets the shape, but almost everyone leaves real growth on the table.

Why your calf is two muscles, not one
The bulge you see at the top of your lower leg is the gastrocnemius, the muscle with the two visible heads. Underneath and around it sits the soleus, a large, flatter muscle that adds to overall calf size and thickness. Together they are called the triceps surae, and both point your foot down. But they are loaded differently, and this is the key to training them.
The gastrocnemius crosses the knee joint, so it only pulls hard when the knee is straight. Bend your knee and this muscle goes slack, unable to contribute much. The soleus does not cross the knee, so it keeps working whether your knee is straight or bent, and it becomes the main worker once the knee is flexed and the gastrocnemius has checked out. That single fact decides which exercises hit which muscle.
Straight knee works the gastrocnemius. Bent knee works the soleus. Every good calf program uses both positions, because no single one trains the whole calf.
Standing calf raises for the gastrocnemius
For the visible, upper part of the calf, the standing calf raise done with a straight or nearly straight knee is the main tool. Because the knee is extended, the gastrocnemius is under real load and doing the work. A controlled training study drove this home: over twelve weeks, training with a straight knee produced far more growth in the gastrocnemius than the same work done with a bent knee.
You can do this on a dedicated standing calf machine, a Smith machine with a plate under your toes, holding dumbbells, or with a loaded backpack on a step. The equipment barely matters. What matters is a straight knee and a long range. Let your heels sink well below your toes for a deep stretch, then drive all the way up to full height.
Seated calf raises for the soleus
The soleus is easy to neglect because you cannot see it clearly, but it makes up a large share of your calf and adds thickness that changes how the whole lower leg looks. To load it, you bend the knee, which is exactly what the seated calf raise does. With the knee flexed to around ninety degrees, the gastrocnemius goes slack and the soleus takes over.
The soleus is built mostly of slow, fatigue-resistant fibers, which is why it can keep you standing all day. In practice this means it often responds well to higher reps and longer sets, roughly 10 to 20 or more reps taken close to failure, though it still needs progressive load over time like any muscle. If you only ever do standing work, you are leaving this whole muscle largely untrained.
Standing raises build the peaks you see, seated raises build the thickness underneath. A complete calf program includes both. If you have to pick one, standing wins for visible size, but the soleus work is what fills the calf out.
Range of motion: the fix nobody uses
Watch most people train calves and you will see a short, bouncy quarter-rep, often using momentum and a heavy load that never lets the muscle stretch or fully shorten. This is probably the single biggest reason calves do not grow for people who do train them.
The calf responds strongly to being loaded at a long length, that deep stretch at the bottom of the movement. Cutting the range short skips the most productive part of the rep. Slow down, drop the weight if you need to, and let your heel sink as low as it comfortably goes before pressing all the way up to a full contraction on your toes.
- Load a long range. Let the heel sink well below the toes for a deep, controlled stretch at the bottom of every rep. This is where the growth stimulus is strongest.
- Pause at the bottom. A brief pause in the stretched position kills the bounce and forces the muscle, not momentum, to lift the load.
- Rise all the way up. Finish on your toes with a full contraction. Half reps train half a muscle.
- Control the tempo. Lower slowly. Rushing the descent wastes the most valuable part of the movement and invites the bounce back in.
Volume, patience, and honest genetics
Even with the right movements and full range, calves need enough hard work. Treating them as a two-set afterthought will not cut it. Aim for a real weekly volume, in the same ballpark as other muscles, and progress the load or reps over time. Because calves recover quickly, many people train them two or three times a week, which is a good way to accumulate the sets.
Three sloppy half-range sets tacked onto the end of leg day, once a week, then blaming genetics. Most stubborn calves are undertrained, not ungrowable. Fix the movement, the range, and the volume before you blame your DNA.
That said, be honest about what genetics does control. Where your calf muscle attaches on the leg, called its insertion, decides how full and long it looks. A high insertion leaves a longer tendon and a smaller-looking calf even at the same muscle size. You can build the muscle you have, and most people can build a lot more than they think, but you cannot change where it attaches. Judge your progress by size gained over months, not by matching someone born with low-slung calves.
