Most endurance athletes have heard that lifting weights will make them slow. Add muscle, add weight, carry it up every hill, and pay for it in your race. It sounds logical, so a lot of runners and cyclists never touch a barbell. The evidence tells a different and more useful story: the kind of strength training that helps endurance athletes builds very little size, and it makes you measurably more efficient at your sport.

The fear of getting bulky, and why it is mostly wrong
The worry is understandable. If you picture strength training, you might picture bodybuilders, and you assume lifting turns everyone into that. But large amounts of muscle are hard to build. They require a specific recipe: eating in a calorie surplus, doing a high volume of muscle-focused work, and recovering from it, over a long time.
Endurance athletes almost never meet that recipe. You burn a great deal of energy in your training, which makes a surplus difficult to hold. Your legs are already doing hours of aerobic work that competes with muscle growth. And the strength work that actually helps your sport is heavy and low in volume, which is not the stimulus that drives big size. Put together, the conditions for bulk simply are not there.
Getting visibly bigger takes a surplus of calories plus a lot of muscle-focused volume. A hard-training runner or cyclist eating to fuel their sport is in almost the opposite situation. The right lifting adds strength, not much mass.
How lifting makes you faster: running economy
The main way strength work helps endurance is through something called running economy, or its equivalent in cycling. Running economy is simply how much oxygen and energy you burn to hold a given pace. Two runners with the same aerobic capacity can perform very differently if one uses less energy per stride. Better economy means you can go the same speed for less cost, or a faster speed for the same cost.
Heavy strength training improves this. When your muscles and tendons are stronger and stiffer, each foot strike returns more energy and wastes less, so a given pace costs you less. A systematic review and meta-analysis found that heavy resistance training produced a small but real improvement in running economy, and improved time-trial performance, in trained runners. For an athlete, a small efficiency gain across a whole race is meaningful.
The benefit tends to show up most at faster paces and in the later stages of long efforts, when tired legs lose form and efficiency. A stronger athlete holds their form and their economy longer, which is often where races are won or lost.
Why heavy lifting builds strength without size
The reason you can get stronger without getting much bigger comes down to how strength is built. A large share of strength gains, especially early on and especially from heavy, low-rep work, comes from your nervous system learning to recruit more muscle fibres and coordinate them better. That is force production improving without the muscle itself getting much larger.
Size, by contrast, is driven mostly by higher-volume work taken close to failure, plus the calories to support it. If you avoid the high-rep, high-volume, pump-focused style and instead lift heavy for low reps with full rest, you bias your training toward the neural side of strength. You become able to apply more force per stride or pedal stroke while adding very little weight to carry.
By choosing heavy, low-rep lifting, you get the part of strength that helps your sport, better force production, while sidestepping most of the muscle growth you were afraid of. Same benefit, none of the weight.
Does lifting interfere with endurance training?
Training two qualities at once, strength and endurance, is called concurrent training, and there is a real effect worth understanding. A meta-analysis by Wilson and colleagues found that a lot of endurance work can blunt strength and muscle gains, and the effect was larger with running than cycling and grew with the frequency and duration of the endurance training.
For an endurance athlete this is reassuring rather than alarming. Your priority is your endurance, and strength training is the supporting act. You are not trying to maximise muscle, so the interference with growth is fine, even helpful, since you want strength without size. The practical lesson is mostly about arrangement: keep the two apart when you can, and do not let heavy lifting leave your legs too trashed for your key sessions.
- Separate hard sessions when possible. Put a few hours or a day between a hard run or ride and a heavy lift, so neither is compromised.
- Prioritise your sport's key workouts. Lift on easier endurance days or after your most important sessions, not before them.
- Keep lifting volume low. A few hard sets of a few big lifts. You want strength, not soreness that steals your running legs.
How to program it: heavy, brief, twice a week
You do not need much. Two short sessions a week, built around a handful of big compound lifts done heavy for low reps, delivers the economy and strength benefits without adding a training burden that competes with your sport.

- Pick 3 or 4 big lifts. A squat or leg press, a hinge like a Romanian deadlift, a single-leg movement, and calf and core work.
- Do 2 to 4 heavy sets of 3 to 6 reps. Stop a rep or two shy of failure. Rest fully so each set is strong and clean.
- Keep it short. Thirty to forty minutes. This is a supplement to your endurance training, not a second sport.
- Hold it through the season. The economy benefit fades if you stop, so keep at least one maintenance session a week even in heavy training weeks.
Turning strength day into a burn-focused, high-rep circuit because it feels like more work. That style builds more soreness and more size and less of the economy benefit you actually want. Keep it heavy, keep it brief, and stop short of failure.
