There is a rule underneath almost every training decision, and it is almost boring in how obvious it sounds: you get good at what you actually do. Train heavy and slow, you get stronger and slower. Train fast and light, you get faster. Run for an hour, you get better at running for an hour. Coaches call this specificity, or the SAID principle, short for Specific Adaptations to Imposed Demands. It sounds like common sense, but it is the reason so many well-meaning programmes quietly fail. People train hard for months at something that does not resemble their goal, then wonder why the goal did not move.

Lift a heavy weight for a few reps and the nervous system and muscles adapt to produce high force. Cycle steadily for an hour and your heart, blood vessels, and muscles adapt to sustain that effort. The adaptation is a direct answer to the question your training keeps asking.
This is why there is no such thing as generic fitness in the way people imagine it. Fitness is always fitness for something. A person who can deadlift twice their body weight may be winded climbing three flights of stairs, and an ultramarathon runner may struggle to lift a heavy suitcase overhead. Neither is unfit. Each is exquisitely fit for the demand they trained, and ordinary at the ones they did not.
Your body is always answering a question you asked with your training. If the answer is not what you wanted, check whether you were asking the right question in the first place.
The dimensions specificity works across
Specificity is not one dial, it is several turning at once. When people say a programme was not specific enough, they usually mean it missed on one or more of these. The classic position stands on resistance training spell them out clearly.

The speed dimension is one of the sharpest. Reviews of velocity in resistance training find that strength gains show up most strongly at or near the speed you trained, and that the intent to move fast may matter as much as the actual bar speed. Train slow and grindy for months and you get better at slow and grindy. If your goal needs speed, some of your training has to be fast.
Why carryover is the whole game
Specificity is really a statement about transfer, or carryover: how much a gain in one thing shows up in another. High-transfer training looks a lot like your goal. Low-transfer training looks like something else and quietly hopes for the best. The further your exercise sits from the target, the more is lost in translation.
This does not mean the only useful exercise is the exact goal itself. A sprinter still lifts weights, because raising the force their legs can produce lifts the ceiling on their sprint. A footballer still does general conditioning, because a bigger aerobic base lets them recover between sprints. These are supporting lifts and qualities that transfer well, even though they are not the sport. The skill is choosing training that carries over, not training that merely feels hard.
Specificity also explains a frustration many people meet head on: training hard for two opposite things at once can leave you mediocre at both. This is sometimes called the interference effect. Piling heavy strength work and long endurance work into the same block sends the body two conflicting messages, and the adaptations partly cancel. It is not a reason to avoid doing both, most people should. It is a reason to be clear about which quality is the priority in a given phase, and to let that one lead while the other ticks over in the background rather than fighting it for top billing.
Mistaking effort for relevance. A brutal session that has nothing to do with your goal will still exhaust you, still make you sore, and still teach your body the wrong lesson. Hard is not the same as helpful.
How to use specificity in your training
The practical version of specificity is a simple arc: start broad, then narrow as your goal gets closer. Early on, a wide base of general fitness gives you the raw material and keeps you resilient. As an event, a test, or a season approaches, your training should look more and more like the thing itself. Coaches sometimes call this moving from general preparation to specific preparation, and the same logic works whether your goal is a first marathon, a heavier squat, or simply being able to play with your kids without getting winded.
- Name the demand exactly. Write down what you actually want to do: lift a certain weight, run a certain distance, carry your own kids upstairs without stopping. Vague goals produce vague training.
- Build a general base first. Early on, broad work pays off: overall strength, an aerobic base, mobility, and injury resilience. This is the foundation the specific work will stand on.
- Shift toward the goal over time. As the goal nears, make your main training resemble it in pattern, speed, and energy system. The closer the calendar, the more specific the work.
- Keep some general work in. Do not throw the base away. A little general training protects against injury and one-sided weakness, and keeps qualities you would otherwise lose.
- Test against the real thing. Check progress on the goal itself, not just on your training lifts. If the goal is not moving, your training is not specific enough yet.
The limits of specificity
Specificity is powerful, which makes it easy to overapply. Taken too far it becomes an argument for only ever doing your one thing, and that backfires. Doing nothing but your sport or your single lift leads to overuse injuries, glaring weaknesses, and a body that has no margin when life demands something different. General health and longevity, in particular, are served by variety: strength, cardiovascular fitness, and mobility together, as the broad activity guidelines recommend for everyone.
So the honest reading is a balance. Let specificity steer the bulk of your training toward what you care about, especially as a goal approaches. But keep a foundation of general, varied movement underneath it. The base keeps you healthy and durable, and the specific work turns that health into the exact result you are chasing. Skip either one and you feel it, just in different ways.
Be specific enough that your training clearly points at your goal, and general enough that you stay healthy, balanced, and able to do everyday life. Most of the pointed work, some of the broad work, all year round.
