If the pulldown builds a wide back, rows build a thick one: the dense, detailed muscle down the middle that makes a back look trained from behind. That is the promise. The reality is that rows are one of the easiest lifts to do a lot of while feeling almost nothing in the target muscles. The weight moves, the reps get counted, and the back stays quiet because your arms and momentum did all the work. Nearly every version of this problem comes down to the same handful of faults. Fix them and rows go from a movement you grind through to the exercise that finally puts thickness on your back.

Mistake 1: yanking the weight with momentum
The classic bad row is a heave. On a barbell or dumbbell row, the torso rises and drops with every rep, using a swing from the hips and lower back to fling the weight up before the arms haul it the rest of the way. On a cable or machine row, it is a big lean back at the start of each rep. Either way, momentum is moving the load through the exact range where your back should be working, and your lats and mid back barely fire.
The fix is to lock your torso in place and make your back move the weight from a dead stop. On free weight rows, set your torso angle and hold it still for the whole set, no rising and dropping. On cable rows, keep your chest tall and lean back only slightly, without letting your body swing to start the pull. If you cannot move the weight without a heave, it is too heavy for a row that trains your back.
If your torso rocks up and down, or you throw yourself backward to start each rep, momentum is doing the job. Drop the load, fix your torso in place, and pull from a controlled position so the back has to work.
Mistake 2: leaving your shoulder blades out of it
A row is not just an elbow bend. Done well, it is your shoulder blades pulling back and together, called retraction, while your elbows drive back. Many people keep their shoulders rounded forward the whole time and pull purely with their arms, which is why they finish with tired biceps and a back that never engaged. The shoulder blade movement is what brings the mid back and lats into the lift.
The fix is to think in two parts on the way up. As you pull, let your shoulder blades slide back and together, then drive your elbows back to finish the row. At the start of each rep, allow your shoulder blades to spread and your arm to reach forward for a full stretch, then pull from there. Reaching and squeezing, rather than just bending the elbows, is usually what people are missing when a row does not feel like anything.

Mistake 3: flaring your elbows too wide
Where your elbows travel changes which muscles do the work. Row with your elbows flared straight out to the sides and you shift the emphasis onto your rear delts and upper traps, which is fine if that is the goal but not if you are chasing lat and mid back thickness. Very wide, high elbows are one reason a row can feel like it is working everything except the muscles you wanted.
For most rows aimed at back thickness, keep your elbows tucked closer to your body, travelling back at roughly a 45 degree angle rather than flaring out to 90. Drive them back and slightly down toward your hips, and you will feel the lats and the muscles between your shoulder blades take over. Changing elbow path is a quick way to move a row from an upper back and rear delt exercise to a genuine back builder.
The angle of your upper arm changes the job. Tucked elbows driving back and down bias the lats and mid back, while flared elbows shift work to the rear delts and traps. Neither is wrong, but you should pick the one that matches your goal.
Mistake 4: no squeeze at the top, and a rounded lower back
Two faults belong together here. The first is never actually finishing the rep: the weight comes most of the way in but never pauses, so the mid back never gets to fully contract where it works hardest. A brief pause and squeeze at the top, then a controlled lowering to a full stretch, is what makes the back do its job. Training through a full range, including that stretched bottom, is a reliable driver of growth.
The second fault is the one that actually matters for safety on free weight rows: a rounded lower back under load. When you hinge over for a barbell or dumbbell row, your spine should be flat and braced, not rounded. A big breath into the belly and a tight midsection set the position, and you hold it for the whole set. If your lower back rounds as you fatigue, the set is over. Set a flat, braced position, keep it, and stop when you can no longer hold it.
