Your resting heart rate is how many times your heart beats per minute when you are awake, calm and doing nothing. Why fit hearts beat slower
Two things happen when you train your aerobic system consistently. First, the classic explanation: the heart muscle adapts, stroke volume rises, and the nervous system shifts toward a calmer resting state, so the heart is signalled to beat less often at rest. This is the picture most people know.
But the story runs deeper. Research in trained hearts shows that endurance training also physically remodels the heart's own pacemaker, the sinoatrial node. In particular, training turns down a pacemaker protein channel called HCN4, which sets the intrinsic firing rate. In plain terms, the heart's built-in metronome is reset to a slower default, not just calmed by the nervous system. That helps explain why the low resting rate of a trained athlete is stubborn and real, not just a mood.
A resting heart rate that slowly falls over months of consistent cardio is one of the clearest signs your engine is genuinely adapting. It is a built-in progress tracker that needs no gym and no subscription.
The link to long term health
Beyond fitness, resting heart rate carries a public-health signal. Large studies that follow big groups of people over years keep finding the same pattern: a higher resting heart rate travels with a higher risk of dying, even after accounting for other risk factors. This is an association, not proof that a fast pulse itself causes harm, but the pattern is consistent and strong.
A pooled analysis of many prospective studies found that each 10 beat per minute rise in resting heart rate was linked to roughly a 9% higher risk of death from any cause, and a similar rise in cardiovascular death. That does not mean your watch reading is destiny. It means resting heart rate is a useful, low-effort marker to keep an eye on, and one more reason to build the aerobic base that tends to lower it.
A single higher-than-average reading is not a diagnosis. Many harmless things push it up on a given day. What researchers track is averages across populations, and what matters for you is your own trend over weeks, read alongside how you feel.
How to measure it properly
A resting heart rate is only meaningful if you measure it at genuine rest. The gold standard is first thing in the morning, before you get up, before caffeine, before your phone stresses you out. A wrist wearable that logs overnight and reports your lowest sustained rate does this well. If you want to check it by hand, do it right.
- Pick a calm, still moment. Ideally right after waking, lying or sitting quietly for a few minutes first. Not after coffee, exercise, a stressful email or a big meal.
- Find your pulse. Use two fingers, not your thumb, on the inside of your wrist below the base of the thumb, or gently on the side of your neck.
- Count for a full minute. Count the beats for 60 seconds for the most accurate number. A 30-second count doubled works but is a little rougher.
- Repeat across a few days. One reading is noisy. Take it a few mornings in a row and use the pattern, not a single figure.
Measuring right after standing up, coffee, or a workout will read high and mean nothing. And do not use your thumb to feel a pulse, it has its own faint beat and will confuse the count.
What raises and lowers it
Your resting heart rate is not fixed. Some things nudge it for a day, others shift it over months. Knowing which is which stops you overreacting to normal noise.
- Lowers it over time: regular aerobic training is the big one. A consistent cardio habit, built over weeks, is what meaningfully drops your resting rate.
- Raises it short term: poor sleep, stress, caffeine, alcohol, dehydration, heat, illness and the day or two after a hard workout. These are temporary and normal.
- Raises it longer term: deconditioning from inactivity, ongoing high stress, some medications and certain health conditions. A slow upward drift with no obvious cause is worth investigating.
- Barely a factor you control: genetics and age set part of your baseline. You cannot pick your starting point, only train the part that responds.
