Running looks simple, and mostly it is. You do not need a coach standing over you to be a healthy runner. But some form habits load your body harder than they need to, rep after rep, over thousands of steps a run. Fixing them is rarely about a dramatic makeover. It is usually one or two small cues that change how force lands on your legs. This is a guide to the mistakes that matter, and the ones that do not.
The short version
- There is no one correct running style. Your build, your history, and your speed all shape a form that is right for you, so the goal is to reduce clear overload, not to copy an elite runner.
- The single most useful fix for most people is a slightly quicker, shorter stride. Nudging your step rate up by 5 to 10 percent lowers the load on your knees and hips.

There is no single perfect form
Before any cue, hold onto this: the search for one ideal running style is a dead end. Runners come in different heights, limb lengths, and strength levels, and each of those shifts what an efficient stride looks like. Watch a start line at any race and you will see a dozen styles that all work. The useful question is not "is my form textbook perfect". It is "is anything about my form quietly overloading me".
That reframing matters because most form advice online is really style preference dressed up as science. What follows are the habits with the best evidence behind them, the ones that change how much force your joints absorb. Everything else is mostly noise.
Running is repetitive. Even a small overload gets multiplied across thousands of steps per run. Reviews estimate that somewhere between **42 and 79 percent** of runners are injured in a given year, most from overuse. Trimming the load on each step is one of the few levers you control.
Mistake one: overstriding
Overstriding means your foot lands well out in front of your body, ahead of your hips, often with a straight knee. Every time it happens, your leg acts like a brake for a split second, and the impact travels up through a stiff leg into your knee and hip. It feels like you are covering more ground, but you are mostly fighting yourself.
You do not fix overstriding by consciously reaching less, which usually just makes people run stiffly. You fix it indirectly, by increasing your step rate. When you take slightly quicker steps, your foot naturally lands closer to under your hips, the braking shrinks, and the knee is a little more bent to absorb the landing.
Film yourself from the side for ten seconds. If your foot plants clearly ahead of your knee with the leg nearly straight, you are overstriding. If your shin is roughly vertical at landing and your foot comes down under or just ahead of your knee, you are in good shape.
The fix behind most fixes: step rate
Step rate, or cadence, is how many steps you take per minute. It is the most studied and most reliable form change available, because nudging it up quietly cleans up overstriding, braking, and bounce all at once. In a controlled study of recreational runners, increasing step rate by 5 to 10 percent reduced the mechanical energy absorbed at the knee, and at the higher end at the hip too. Less energy absorbed means less repeated load on those joints.
The popular target of 180 steps per minute is a rule of thumb, not a law. Ignore the magic number. The useful move is to take your own current cadence and add a little, not to chase someone else's figure.
- Find your current cadence. On an easy run, count how many times one foot lands in 30 seconds, then multiply by four. That is your steps per minute.
- Add about 5 percent. If you land at 160, aim for around 168. Small is the point. A big jump feels frantic and does not stick.
- Use a beat to lock it in. Set a metronome app or find music at your target beat, and let your feet match it for a few minutes at a time.
- Keep the effort easy. Quicker steps should mean shorter steps at the same pace, not sprinting. If you speed up, slow back down and keep the turnover.
If you only fix one thing, make it a slightly quicker, shorter stride. It is the closest thing running has to a universal win, and it needs no gear.
The overrated debate: heel versus forefoot
For a decade the internet argued that heel striking was ruining runners and that landing on the forefoot was the natural, safer way. The evidence has not kept up with the confidence. A systematic review and meta-analysis found real biomechanical differences between footstrike patterns, such as higher loading rates at the heel and different knee and ankle angles, but it did not establish that one pattern causes fewer injuries than the other.
What actually happens when people force a switch is that the load moves rather than disappears. Shifting from heel to forefoot tends to take stress off the knee and put more on the calf, Achilles tendon, and foot. That is a fine trade if your knee is your problem, and a bad one if your calf is. So the honest advice is: do not deliberately overhaul your footstrike to chase safety. Let a quicker cadence sort out most of it, because landing closer to under your hips softens a hard heel strike on its own.

Posture, arms, and the rest
A few more habits are worth a light touch, in roughly this order of importance.
Run tall, lean from the ankles
Aim for a tall, relaxed posture with a slight forward lean that comes from your ankles, not from bending at the waist. Folding at the hips or hunching the shoulders shortens your breathing and shifts load awkwardly. Think "proud chest, loose shoulders".
Relax the upper body
Your arms should swing mostly front to back, elbows around a right angle, hands loose as if holding a crisp you do not want to crush. Clenched fists, shrugged shoulders, and arms crossing the midline waste energy and add tension. This is comfort and economy, not injury, but it makes long runs feel easier.
Do not stare at your feet
Look at the ground eight to ten metres ahead rather than straight down. It keeps your neck neutral and your posture tall, and it lets you see what is coming.
Foot pronation, tiny differences in arm carriage, and whether you "push off" hard are far down the list. Chasing them tends to make running feel like a chore and rarely changes injury risk. Fix the big rocks first.
How to change form without getting hurt
Changing how you run shifts load to tissues that are not used to it, so the change itself can cause an injury if you rush. Gait retraining works, and a meta-analysis found it can improve running mechanics, but the runners who benefit do it gradually and give their bodies time to adapt.
- Change one thing at a time. Start with cadence. Do not also switch footstrike, posture, and shoes in the same week.
- Use short doses. Apply the new cue for a few minutes at a time inside an easy run, then let your form drift back. Build the cued time up over weeks.
- Expect new aches. A little unfamiliar muscle soreness is normal. Sharp or joint pain is a signal to back off and add time before load.
- Be patient. A form habit built over years does not change in a fortnight. Think in terms of a few months of light, consistent practice.
Run tall, take slightly quicker and shorter steps so your foot lands under you, keep the upper body loose, and stop worrying about the perfect footstrike. Change gradually. That covers almost everything that matters.
