A pistol squat is a squat all the way down on one leg, the other held out in front, and back up under control. It demands three things at the same time: single leg strength, enough ankle mobility to keep your heel down, and the balance to hold it all together. Most people who cannot do one are missing just one of those pieces. Find which one, train it directly through a ladder of easier versions, and the full rep arrives.

The three things a pistol squat needs
A pistol squat asks one leg to lower and lift your entire bodyweight through a deep range, while the other leg stays out in front and your body stays balanced over a single foot. That is a lot happening at once, which is why it stalls people. The good news is that it breaks into three trainable qualities, and most people are only short on one.

You do not lack talent for pistol squats, you are short on one specific quality. Diagnose whether it is strength, ankle range, or balance, then train that one. Guessing wastes months.
Ankle mobility: the hidden gate
This is the piece people skip, and it stops more pistol squats than weak legs do. To reach the bottom of a pistol, your knee has to travel a long way forward over your toes while your heel stays glued to the floor. If your ankle will not allow that range, your heel lifts, you fall backward, and no amount of leg strength saves the rep.
Test it simply. Kneel with one foot flat in front of you and try to push that knee forward past your toes without the heel lifting. If the knee barely passes the toes, or the heel pops up early, ankle mobility is likely your limit.
- Knee to wall drill. Face a wall, foot a few inches back, and drive your knee toward the wall while keeping the heel down. Work to touch the wall from further back over weeks. Do both sides.
- Loaded ankle rocks. In a deep split or half kneel, rock your front knee forward and back over a planted heel, feeling the stretch at the front of the ankle.
- A temporary heel lift. Standing on a small plate or wedge under your heel lets you train the full pistol pattern while your ankle range catches up. Lower the lift as your mobility improves.
The strength ladder
Once your ankle allows the range, you build the strength through easier versions of the movement, making each one harder over time. This is the heart of the progression.
Assisted pistols
Hold a doorframe, pole, or countertop and use your arms only as much as you need to control the descent and stand back up. Over the weeks you pull less with your arms until your leg is doing all the work. This lets you train the full range and the balance at the same time, with a safety net.
Box pistols
Stand on one leg in front of a bench or box, lower under control until you sit lightly on it, then stand back up on the same leg. The box catches you so you only fight the part of the range you can handle. As you get stronger, use a lower box. Dropping the height a little at a time takes you smoothly to a full-depth rep. This is progressive overload applied to a bodyweight move, and adding load or range in planned steps is exactly what the American College of Sports Medicine points to for continued strength gains.
Negatives
Lower yourself as slowly as you can on one leg, then use both legs or a hand to stand back up. You are strongest when lowering a load, so you can control a descent you cannot yet reverse. Research on this style of contraction shows it builds real strength, and it teaches the deep position your body needs to trust.
A simple weekly plan
Train single leg strength two or three times a week, with a rest day between hard sessions. Keep the reps clean and controlled. Wobbling through ugly reps teaches wobbling.
- Ankle mobility. A few minutes of knee to wall and loaded ankle rocks at the start of every session, especially if the heel is your limit.
- Box pistols. 3 to 4 sets of 3 to 5 reps per leg to a box you can just control. Lower the box as it gets easy.
- Assisted pistols. 3 sets of 3 to 5 reps per leg, using a support and pulling less each week.
- Split squats or lunges. 3 sets of 8 to 10 per leg to build general single leg strength that carries over. Add load as you progress.
- Test occasionally. Every week or two, try a full free pistol. Do not test every session. Let the progressions do their work between checks.
Make something a little harder most weeks: a lower box, less help from the pole, a slower negative, another rep. That steady increase, called progressive overload, is what turns weeks of practice into a clean pistol. Training the pattern twice a week or more beats one long session.

Grinding out sloppy, half-controlled reps with a lifting heel and a caving knee. That reinforces the exact faults that stop the movement, and a caving knee under load is worth avoiding. Slow down, use a box or a support, and keep every rep clean. The pattern you practise is the pattern you keep.
