Watch two people row a barbell and you might not spot the difference until you notice the bar. In a Pendlay row it comes to a full stop on the floor between every rep. In a classic bent over row it hangs from your arms the whole set and never rests. That one detail, dead stop versus continuous tension, is the entire debate. It changes how strict you have to be, how much weight you can move, and how hard your lower back is working. Neither is better in general. They are built for slightly different jobs.
The short version
- The Pendlay row starts from a dead stop on the floor every rep, with your torso close to parallel to the ground. The bent over row keeps the bar hanging and under tension the whole set.
- The Pendlay row is more explosive and strict, and it teaches a hard pull from a stopped position. The bent over row keeps constant tension on the back, which many people find better for pure muscle growth.

The one thing that actually separates them
Both lifts are barbell rows: you hinge forward, pull the bar toward your torso, and drive your elbows back to work the muscles of your upper back. The names describe two ways of doing that same pull, and the difference lives entirely in what happens between reps.
In a Pendlay row, named after the late weightlifting coach Glenn Pendlay, you set your torso roughly parallel to the floor and pull the bar from a dead stop on the ground to your lower chest. Then you lower it all the way back down and let it settle. Every single rep starts fresh from the floor. In a bent over row, you deadlift the bar up, hinge into your rowing position, and row from there without ever setting the bar down until the set is finished. The bar stays under tension the whole time.
A Pendlay row is a series of separate, explosive pulls from the floor. A bent over row is one continuous set where the bar never rests. That is the whole difference, and everything else follows from it.
What each one is good at
Because the Pendlay row resets on the floor, each rep demands a hard, fast pull to break the bar off the ground. That makes it a strong tool for building explosive strength and a powerful pull, which is why it is popular with weightlifters and strength athletes. The dead stop also forces strictness. You cannot cheat momentum from the previous rep, because there is no previous rep in flight.
The bent over row keeps the muscle under tension from the first rep to the last. Muscles grow in response to tension over a range of motion, so many people find the continuous version better for pure back size and thickness, especially in higher rep ranges where the constant load adds up. It also tends to let you keep a steadier rhythm across a set.

Lats, mid and lower traps, rhomboids, rear delts, and biceps all work hard in each row. The choice is not about which muscles you train, it is about how you load them: in explosive bursts, or under a long steady pull.
What about your lower back?
Any barbell row done with your torso near horizontal asks your spinal muscles to hold that position against the load. The flatter and more parallel your torso, the more your lower back has to work to keep you rigid. A study by Fenwick and colleagues that measured trunk activation and spine load across rowing variations found that the standing bent over row produced high back muscle activation but also carried a meaningful load through the lower spine.
This is where the Pendlay's strictness can help. Because you reset on the floor and cannot bounce weight up with momentum, you tend to use loads you can actually control, with a genuinely braced position. That can mean cleaner reps and less sloppy spinal loading than a heavily cheated bent over row where the torso rises and falls to heave the bar up. The bent over row is not dangerous, but a bent over row done with an ego and a swinging back is a common way people tweak something.
Neither row wrecks your back on its own. Loading past what you can hold with a neutral, braced spine is the problem. If you feel your lower back rounding or your torso ratcheting up to move the bar, the weight is too heavy for that variation right now.
How to perform each one well
The Pendlay row
- Set your stance and grip. Feet about hip width, bar over your mid foot, hands just outside your knees. Hinge until your torso is close to parallel with the floor.
- Brace hard. Take a breath into your belly, tighten your midsection, and set a neutral spine. This is your rigid base for every rep.
- Pull explosively to your lower chest. Drive your elbows back and pull the bar fast into your lower ribs or upper stomach. Keep your torso still, the movement is in your arms and back, not your hips.
- Lower it all the way down and reset. Return the bar to the floor under control, let it settle for a beat, rebrace, and go again. Each rep is a fresh pull.
The bent over row
- Deadlift the bar to your hinge position. Stand up with the bar, then hinge forward to somewhere between parallel and 45 degrees, whatever torso angle you can hold steady.
- Brace and fix your torso. Set the same braced, neutral spine, and commit to keeping your torso angle constant for the whole set.
- Row to your lower ribs. Pull your elbows back and bring the bar toward your lower chest or belly, squeezing your shoulder blades, without your torso rising to help.
- Lower under control, but do not rest the bar. Let the bar down until your arms are nearly straight, keeping tension, then row again. The bar stays off the floor until the set is done.
Think about pulling with your elbows, not your hands. Leading with the elbow and driving it back and up toward the ceiling makes it much easier to feel your back doing the work instead of turning the row into an arm exercise.
So which should you do?
There is no need to marry one. A good approach for most people is to match the row to what a session is for. On a heavier, strength-focused day, the Pendlay row rewards strict, powerful pulls in lower rep ranges. On a day built around back size, the bent over row lets you accumulate tension across moderate to higher reps.
If you are newer to lifting, the bent over row can be a bit more forgiving to learn because you are not fighting to break a heavy bar off the floor from a dead stop, and you can pick a slightly higher torso angle that is easier to hold. If you specifically want to build a fast, strict pull, or you already train the deadlift and clean, the Pendlay row carries over nicely.

For back growth, a well-performed set of either row does the job. Choose based on whether you want explosive, strict, from-the-floor pulls or continuous-tension reps, and rotate them across a block if you cannot decide. Consistency and honest loading matter far more than the variation.
