Overhead press mistakes that hurt your shoulders

The overhead press does not have to hurt your shoulders. The pain usually comes from a few fixable faults: a bar out in front, ribs flared, shoulders that never move, and pressing into positions your body cannot reach.

The overhead press gets blamed for shoulder pain more than almost any other lift, and that reputation puts a lot of people off one of the best movements for strong, healthy shoulders. But pressing a weight overhead is not inherently bad for your shoulders. The pain usually traces back to a small set of fixable mistakes: pressing the bar out in front of you, flaring your ribs and arching your back to fake the range you do not have, keeping your shoulder blades locked still, and forcing the bar into a position your shoulders cannot actually reach yet. Fix those and the overhead press becomes a shoulder builder, not a shoulder wrecker.

Why pressing gets blamed for shoulder pain

Overhead work does put the shoulder in a demanding position. As your arm rises overhead, the space where several tendons pass under the top of the shoulder gets smaller, and if the joint is not moving well or the load is poorly placed, tissues can get compressed and irritated. Research on shoulder impingement shows that people with pain tend to have altered movement of the shoulder blade and less upward rotation, which shrinks that space further.

But that is a reason to press well, not a reason to avoid pressing. The same movement done with a good bar path, a stable trunk, and a shoulder blade that rotates freely is one of the best ways to build strong, resilient shoulders. The mistakes below are the ones that turn a healthy lift into a painful one, and each has a clear fix.

Mistake 1: pressing the bar out in front of you

The most common overhead press fault is pushing the bar straight up from your shoulders in a line that stays in front of your face. It feels natural because your nose is in the way, but it leaves the bar out on a long lever, forces your shoulders to work at a bad angle, and often drives the joint into the exact pinched position that hurts.

A strong, shoulder friendly press finishes with the bar stacked over the middle of your foot, roughly over the back of your head or slightly behind, not out in front. To get there, move your head back slightly as the bar passes your face, then bring it forward under the bar as you lock out, so the weight sits over your shoulders and your mid foot. Think of the bar and your body ending in one vertical line, ear roughly under the bar at the top.

The tell

If you feel the press mostly in the front of your shoulder and the bar drifts forward at lockout, you are pressing on a long lever out in front. Move your head out of the way and finish with the bar stacked over your mid foot, not ahead of it.

Mistake 2: flaring your ribs and arching to fake range

When people cannot get the bar overhead cleanly, they often cheat the range by leaning back, flaring the ribcage up, and arching the lower back so the press turns into a steep incline. It gets the bar up, but it does two bad things: it moves load onto your lower back, and it hides the fact that your shoulders never actually reached a true overhead position. The shoulder problem is still there, now with a back problem stacked on top.

  1. Brace your midsection before you press. Take a breath and tighten your abs so your ribcage stays down over your pelvis instead of flaring up. Think ribs stacked over hips.
  2. Squeeze your glutes. A light glute squeeze stops your pelvis tipping forward into an arch and keeps your trunk a solid base to press from.
  3. Press with a stable trunk. Your torso should barely move. If you have to lean back and flare your ribs to finish the rep, the weight is too heavy or your overhead range is limited.
  4. Fix the cause, not the symptom. If you cannot press upright without arching, lower the load and build the overhead mobility rather than leaning back to force it.
Trading one injury for another

A big backward lean and flared ribs to grind out a press protect nothing. You move the strain to your lower back while leaving the shoulder in a poor position. If you cannot press upright with a stable trunk, that is a signal to reduce the weight, not to arch harder.

Mistake 3: keeping your shoulder blades locked still

A lot of pressing advice is borrowed from the bench and tells you to pin your shoulder blades down and back and keep them there. On the bench, against a bench, that makes sense. Overhead, it is a mistake. To lift your arm fully overhead safely, your shoulder blade has to rotate upward to make room for the arm bone and keep the space at the top of the joint open. Lock the blade down through the whole press and you press into a pinched position, which is exactly what irritates the shoulder.

The fix is to let your shoulder blades move with the bar. Start with them set and stable at the bottom, then allow them to rotate upward and shrug up as the bar travels overhead, finishing with your shoulders actively pushing up toward the bar at lockout. This upward rotation is the natural, healthy movement of the shoulder blade, and it is the exact thing that is reduced in people with shoulder pain. Cue it by finishing every rep tall, reaching the bar as high as you can with your shoulders pressed up.

Finish tall

At the top of every rep, actively push your shoulders up toward the ceiling so the bar finishes as high as possible. This shrug at the top is not cheating. It is your shoulder blade rotating into the position that keeps the joint healthy under load.

Mistake 4: forcing a range you do not have

Some people simply cannot yet get their arms into a clean overhead position, usually because of tight lats, a stiff upper back, or limited shoulder mobility. The mistake is forcing the bar up there anyway, which brings back the arching, the forward bar, and the pinching all at once. Your body finds the range somewhere, and it is rarely a healthy place.

The honest fix is to build the mobility first, or press to the range you actually own. A stiff upper back is a common limiter, so work on upper back extension and shoulder flexibility, and consider a landmine press or a slightly inclined press while you build overhead range. There is no prize for a full overhead lockout you have to contort to reach. Meet your body where it is, train the mobility alongside the strength, and expand the range as it opens up.

  1. Bar over mid foot at lockout, not out in front of your face.
  2. Ribs stacked over hips, glutes tight, trunk stable, no big backward lean.
  3. Let the shoulder blades rotate up with the bar and finish tall.
  4. Respect your range. Build overhead mobility rather than forcing a position you cannot reach.
  5. Progress slowly and stop any set where your form breaks or your shoulder complains.

Questions people ask

Is the overhead press bad for your shoulders?
No, not when it is done well. Overhead work does reduce the space at the top of the shoulder as your arm rises, so poor technique or limited mobility can irritate the joint. But a good bar path, a stable trunk, and a shoulder blade that rotates freely make the overhead press one of the best ways to build strong, healthy shoulders. If you have existing shoulder pain, get individual advice before loading it heavy.
Why does my shoulder hurt when I press overhead?
The usual causes are pressing the bar out in front of you on a long lever, arching your back and flaring your ribs to force the range, locking your shoulder blades still instead of letting them rotate up, or forcing an overhead position your mobility cannot yet reach. Fix the bar path, keep your ribs down, let the shoulder blades move, and press only to a range you can own. If pain persists, stop and get advice.
Should my shoulder blades stay down when I press overhead?
No. That cue is borrowed from the bench and does not fit overhead pressing. To lift your arm fully overhead safely, your shoulder blade needs to rotate upward to keep the joint clear. Start with the blades set and stable, then let them rotate up and shrug toward the bar as you press, finishing tall. Locking them down through the whole rep can pinch the shoulder.
Why can I not get the bar overhead without arching my back?
Usually because your overhead mobility is limited, often from a stiff upper back or tight lats, so you lean back to fake the range. Arching moves the strain to your lower back and leaves the shoulder in a poor position. Lower the weight, build upper back and shoulder mobility, and consider a landmine or slightly inclined press while you expand your range. Do not force a lockout you cannot reach cleanly.
Is a standing or seated overhead press better for my shoulders?
Neither is automatically safer for the joint itself. Standing lets you use your legs and trunk and demands more core stability, while seated with a back support removes the temptation to arch and lean, which can help you groove a stricter press. Choose based on your goal and what lets you keep a stable trunk and a good bar path without pain. Technique matters more than the variation.
