A marathon is 42.195 kilometres, or 26.2 miles. That number is the whole reason the event feels intimidating, and also the reason a plan matters more than talent. Almost anyone healthy can finish one with enough patient, gradual training. The people who get hurt, or reach the start line undertrained, are usually the ones who skipped the boring part: slowly building the miles. Here is how to start from where you actually are, not from where a hero training plan assumes you should be.
The short version
- A standard beginner build is 16 to 20 weeks, long enough to raise your weekly mileage gradually without breaking down.
- The single most important session is the weekly long run, built up slowly toward roughly 32 kilometres (20 miles) before race day.
- Most first-time running injuries come from doing too much too soon, not from doing too little, so patience beats enthusiasm every single week.
- You do not need to run fast. Most training runs should be at a conversational pace where you can still talk in full sentences.

What you are actually signing up for
A marathon is an endurance and consistency test, not a speed test. For most first-timers it means four to six hours on your feet, sometimes more. The challenge is rarely how fast you can run for a minute. It is whether your legs, your fuelling, and your patience hold together for hours. That is good news, because endurance is one of the most trainable qualities in the body, and it responds to steady, unglamorous work.
Before you follow any 16-week plan, you want a small base. A sensible starting point is being able to run for about 30 minutes, or 5 kilometres, comfortably a few times a week. If you are not there yet, do not force a marathon plan on top of nothing. Spend four to eight weeks getting to that base first. Even the general activity floor of 150 minutes a week of moderate movement, recommended by the World Health Organization, is a foundation worth having before you add marathon volume.
If you cannot yet run 5 kilometres without stopping, that is your project for now, not the marathon. A gentle run-walk build to 5k comes first. The marathon plan assumes a base already exists, and skipping that step is where a lot of injuries begin.
The shape of a beginner plan
Almost every good beginner plan runs 16 to 20 weeks and has the same skeleton: three to four runs a week, one of which is a long run that grows over time, plus at least one full rest day and often a cross-training day. You do not need six days of running. For a first marathon, more rest and gradual progress beat piling on mileage you cannot recover from.

Total weekly distance matters, but the long run is the centrepiece. It teaches your body to burn fuel efficiently, hardens your legs to time on feet, and rehearses the mental side of the distance. Everything else in the week exists to support it and to keep you healthy enough to keep doing it.
Building mileage without breaking down
The oldest rule in running is the 10 percent rule: do not increase your weekly mileage by more than about ten percent from one week to the next. It is a reasonable guardrail, but be honest about its limits. A large randomised trial of novice runners found that a graded programme built around the ten percent rule did not lower injury rates compared with a standard programme. Injuries landed at 20.8 percent in the graded group and 20.3 percent in the standard group, almost identical.
The lesson is not that progression does not matter. It is that no single formula protects you. What protects you is the broader habit of building gradually, taking easy weeks, and not chasing lost training after a missed week. Systematic reviews of running injuries keep pointing at the same culprit: training errors, especially sudden jumps in load, are among the most consistent causes of running-related injury.
In practice, grow your long run by roughly 2 to 3 kilometres every week or two, then hold or drop it every third or fourth week to let your body absorb the work. Peak your longest run at around 32 kilometres (20 miles), not the full distance. The race-day crowd, taper, and adrenaline carry you the rest of the way, and running the full 42 km in training just adds injury risk for little gain.
Enthusiasm in week three that you pay for in week seven. If a run leaves you with sharp, one-sided, or worsening joint pain, that is a signal to back off, not to push through. Consistency over sixteen weeks beats any single heroic week, and a small injury early can cost you the whole build.
Pace, fuel, and run-walk
Run at a talking pace
The most common beginner error is running easy days too hard. The bulk of your training should be at a conversational pace, slow enough that you could hold a chat in full sentences. This feels almost too easy, which is exactly the point. Easy running builds the aerobic engine while sparing your joints, and it leaves you fresh enough to run again tomorrow.
Practice fuelling
For runs longer than about 90 minutes, you need to take in carbohydrate while moving, usually 30 to 60 grams per hour, plus fluids and some electrolytes. The golden rule is to practise this in training, never for the first time on race day. Most gels, chews, and sports drinks are already plant based. Whole-food options work just as well: bananas, dates, dried fruit, rice cakes, and oat-based bars are cheap, portable fuel. Find what sits well in your stomach while your legs are working, because that is very personal.
Run-walk is real training
Alternating running and walking in planned intervals, for example running for a few minutes then walking for one, is a genuine method, not a fallback for people who cannot cope. Planned walk breaks lower impact, keep your heart rate manageable, and let many people cover longer distances with less soreness. Plenty of finishers use run-walk for the whole marathon by choice, and there is no medal deduction for it.
Taper and race day
In the last two to three weeks, you taper: you cut your total volume sharply while keeping a little intensity so your legs stay sharp. This feels strange, because you will be itching to do more just as you stop. Trust it. The fitness is already banked, and last-minute cramming only adds fatigue you cannot recover from before the gun goes.
- Nothing new on race day. No new shoes, new gels, or new breakfast. Everything you use should have been tested on a long training run first.
- Start slower than feels right. Adrenaline makes the first few kilometres feel easy. Going out too fast is the surest way to fall apart late. Hold back on purpose early.
- Fuel early and often. Start taking carbohydrate in the first hour, before you feel you need it. Chasing a fuel deficit late in a marathon rarely works.
- Walk breaks are allowed. Walking aid stations or short stretches is a smart pacing tool, not a failure. Many first-timers finish faster by walking a little on purpose.
- Respect the last 10 km. The marathon really begins around the 30 km mark. If you paced and fuelled well, this is where your patient training pays off.
