The squat is the lift where a lazy warm-up shows up fastest. Cold hips will not let you reach depth. Stiff ankles push your knees and torso out of position. Glutes that are still asleep hand the work to your lower back. And a top set you jumped to without ramping is both weaker and riskier than it needed to be. A heavy squat session rewards a deliberate warm-up more than almost any other lift, and it is not long or complicated once you know the parts. This is the full sequence: get warm, open the right joints, wake the right muscles, then ramp to your working weight in jumps that leave you fresh for the sets that count.

- Prioritise ankle and hip mobility, because those two joints decide whether you can reach depth in good position.
- Do a short glute activation before you load the bar, so your hips drive the squat instead of your lower back picking up the slack.

Why a heavy squat needs a real warm-up
The squat loads your whole body through a long range of motion, and it depends on several joints cooperating at once. Your ankles have to let your knees travel forward, your hips have to open enough to reach depth, your knees have to track over your toes, and your spine has to stay braced under load. If any one of those is cold or restricted, the others compensate, and compensation under a heavy bar is where sessions go wrong.
There is a performance cost too, not just a safety one. Warmer muscle produces more force, and research on resistance-training warm-ups shows that a short, specific ramp-up improves force output and bar speed in the early working sets of the squat. So a good warm-up does two jobs on squat day: it lets you get into position, and it makes your heavy sets stronger.
Cold ankles push your knees and torso out of line, which throws off your hips, which loads your lower back. Warming the ankles and hips first stops that chain before it starts, which is why they come before everything else.
Step one: a general primer
Start with two to four minutes of easy whole-body movement to raise your temperature. This is the foundation: mobility drills open a warm joint further than a cold one, and your ramp-up sets feel sharper once your heart rate is up. A brisk incline walk, an easy bike, or a few minutes on a rower all work. You want to feel warm and breathing a little harder, not tired.
If you squat first thing in the morning or in a cold gym, give the primer an extra minute or two. Your hips and ankles start stiffer when you are cold, so they need a little longer before the mobility work will take.
Step two: mobility for ankles and hips
This is where squat-specific warm-ups earn their keep. Two joints decide most of your squat position: the ankles and the hips. Spend your mobility minutes here, using controlled dynamic movement rather than long static holds.
Ankles
Your ankle has to let your knee travel forward over your toes so you can stay upright as you descend. Restricted ankles are one of the most common reasons people fall forward or cannot reach depth. Warm them with knee-to-wall ankle rocks: from a half-kneeling position, drive your front knee forward past your toes and back, keeping the heel down, for around 10 controlled reps per side.
Hips
Your hips have to open and flex enough to reach depth without your pelvis tucking under. Use a few dynamic drills: deep-squat rocks where you sink into the bottom position and shift side to side, leg swings front to back and side to side, and hip openers stepping into a lunge with a rotation. Around 10 reps of each, staying controlled and moving through the range rather than holding.
It is tempting to sit in a deep hold to loosen tight hips before squatting. Resist it. Holding a stretch for 30 seconds or more right before a heavy effort can briefly reduce your strength and power, which is the last thing you want before a top set. Keep these drills moving and save long holds for after.
Step three: wake up the glutes
After sitting for much of the day, many people start a squat session with glutes that are not firing well, which quietly hands work to the lower back and lets the knees cave in. A short activation set fixes this: it is not about fatigue, it is about switching the muscle on so it is ready to drive the squat.
Two simple options, done for one or two easy sets:
- Banded glute bridges. Loop a band above your knees, lie on your back, and drive your hips up while pushing your knees gently out against the band. 10 to 15 reps.
- Banded lateral walks. Band above the knees, quarter-squat, and step sideways keeping tension on the band. 10 steps each way to wake the muscles that keep your knees tracking out.
Glutes that are switched on keep your knees tracking over your toes instead of caving in, and they let your hips share the load properly. That is what lets you hit depth in a strong position rather than folding forward. A couple of easy sets is enough, you are priming, not training here.
Step four: the ramp-up to your top set
This is the heart of a heavy-squat warm-up and where most people either do too little or too much. Ramp-up sets build from a light bar to your working weight in a series of jumps, so your top set is not a cold leap. The two rules are: take smaller jumps as the weight climbs, and keep the reps low near the top so you arrive fresh.
Here is a worked example for a lifter whose top working set is 140 kilograms. Adjust the numbers to your own weights, keeping the same shape of shrinking jumps and dropping reps.

Notice how the jumps shrink from 40 kilograms early to 10 near the top, and the reps fall from 8 to a single. Early sets build warmth and pattern, late sets prime the nervous system without draining you. If your top set is a max single, add another light single or two in the final stretch so every step is small.
Ramp-up sets are rehearsal, not work. If you grind your warm-up reps or do too many, you will walk into your top set already tired. Keep the reps low and the effort easy as you climb, so you spend your energy on the sets that count, not on the warm-up.
The full heavy-squat warm-up, start to finish
Put together, the whole thing takes about 12 to 15 minutes on a heavy day, and most of it flows into the session. Here is the complete sequence to run each time.
- General primer, 3 minutes. Easy incline walk or bike until you are warm and breathing a little harder.
- Ankle and hip mobility, 3 to 4 minutes. Knee-to-wall ankle rocks, deep-squat rocks, leg swings, and hip openers, around 10 reps each.
- Glute activation, 2 minutes. A couple of easy sets of banded glute bridges and lateral walks to switch the muscles on.
- Ramp-up sets, 4 to 5 minutes. Build from the empty bar to your working weight in shrinking jumps with dropping reps, staying fresh.
- First working set. Ankles and hips open, glutes firing, pattern rehearsed. Your heaviest set is now your best set, not your riskiest.
This is the full version for a heavy day. On a lighter squat day, trim the mobility and take fewer, larger ramp-up jumps. The shape stays the same, you just make each part smaller when the top set is lighter.
