Random workouts build random results. A hypertrophy block replaces that with a plan: a defined stretch of training, usually around six to ten weeks, built specifically to add muscle, with a way to progress week to week and a planned easier week to recover before you start again. You do not need to be advanced to run one. You need to get a handful of decisions right, in the right order, and then keep showing up. This guide walks you through building a block from scratch, decision by decision, so you finish with a program you could start on Monday.

What a block is, and why bother
A training block is simply a defined period, here around six to ten weeks, with a single main goal, in this case building muscle, and a plan for how the training changes over those weeks. Instead of walking in and improvising, you decide in advance how much you will do, how you will progress, and when you will back off to recover.
The reason to bother is that muscle growth responds to accumulated, progressive effort over time, not to novelty. A block lets you push a sensible amount of volume, add a little each week, and then recover, which is exactly the pattern that drives growth. It also makes progress measurable: at the end of the block you can look back and see whether your loads and reps went up, and adjust the next block from real information.
Step 1: set your weekly volume
The first and most important decision is how many hard sets you will do for each muscle group per week. Across the research, this weekly set count is one of the strongest training predictors of how much a muscle grows, with a dose-response pattern: more hard sets tends to mean more growth, up to a point where recovery and returns start to limit you.
A practical productive range for most people is 10 to 20 hard sets per muscle group per week. Beginners grow well toward the lower end and should start there rather than maxing out. More advanced lifters often need to push toward the higher end to keep progressing. Start conservative. It is easier to add volume when progress stalls than to dig out from more than you can recover from.

Past the point you can recover from, extra sets stop adding muscle and just add fatigue and injury risk, sometimes called junk volume. Start at the low end of the range and earn your way up by only adding volume when your progress stalls, not on day one.
Step 2: choose frequency and split
Once you know your weekly sets, decide how to spread them across the week. Research on training frequency suggests that, when weekly volume is matched, hitting a muscle 2 or 3 times a week grows it at least as well as, and often more comfortably than, hitting it all in one session. Spreading the work keeps each session's quality high and each set closer to fresh.
Your split is just the practical container for that. Pick one that fits your schedule and lets you hit each muscle at least twice.

The best split is the one that fits your week and you can stick to for the whole block. A four-day upper/lower plan you follow beats a six-day plan you abandon after two weeks. Consistency across the block matters more than the exact split on paper.
Step 3: pick exercises and rep ranges
Now fill each session with exercises. Build around compound lifts, movements that train several muscles at once, such as squats, hinges, presses, rows, and pulldowns, because they give you a lot of stimulus per set. Then add isolation exercises to target muscles that need extra work or that the compounds miss, such as arms, side delts, and calves.
For rep ranges, the reassuring news is that muscle grows across a wide span, roughly 5 to 30 reps, as long as sets are taken close to failure. You do not have to live in one magic range. A common, practical approach is to use lower reps of around 5 to 8 on your main compound lifts, where heavier load is easier to manage, and higher reps of around 10 to 20 on isolation work, where a lighter load and a longer set is kinder on your joints.

- Choose movements you can perform with good control through a full range of motion.
- Keep most exercises stable across the block so you can track progress on them.
- Vary rep ranges by exercise, not randomly session to session.
Step 4: set your effort and progression
Volume only counts if the sets are hard enough. For growth, take most sets close to failure, meaning you stop with roughly one to three good reps left in the tank. A useful way to gauge this is reps in reserve, or the related rate of perceived exertion (RPE) scale, where you estimate how many reps you had left. You do not need to hit true failure on every set to grow, and doing so on heavy compounds just piles on fatigue.
Progression is the engine of the block. Because your body adapts to what you ask of it and then stops, you have to gradually ask for a little more. Across the weeks of the block, aim to slightly increase the demand.
- Add reps first. Keep the same load and aim for a rep or two more per set than last week, staying close to failure.
- Then add load. Once you reach the top of your rep target with good form, add a small amount of weight and let the reps drop back down, then build them up again.
- Add a set only if needed. If progress on load and reps stalls and you are recovering well, add a hard set for that muscle over the week. This is how you climb through the volume range across blocks.
- Log everything. Write down your loads and reps every session. Progression you cannot see is progression you cannot manage. The logbook is the block.
Step 5: plan the deload and the next block
Fatigue accumulates across a block. If you push progressively for many weeks, you eventually reach a point where you are more tired than the training is worth. That is what the deload is for: a lighter week, usually at the end of the block, where you cut volume and effort so your body can fully recover and absorb the work you did.
A simple deload is to roughly halve your sets, keep the loads moderate and well short of failure, and treat it as active recovery for a week. You will often come back a little stronger, because the fatigue that was masking your progress has cleared. Then you plan the next block from what you learned: if you progressed well, nudge your starting volume up a touch. If you struggled to recover, hold or trim it.
Set your weekly sets, spread them across 2 or 3 sessions per muscle, train close to failure across a range of rep ranges, add a little each week, then deload and repeat. Run that loop honestly for months and the muscle follows.
