Most people set their bench press grip by feel, or by copying whoever benches the most in their gym. That is a coin flip. Grip width changes how far the bar travels, how much your chest and triceps each contribute, and how much sideways load your shoulders absorb at the bottom. Get it wrong and the lift feels weak and cranky. Get it right and the bar suddenly moves where it wants to go. The good news is that the range of sensible widths is narrow, and finding your spot inside it takes about ten minutes.
The short version
- Grip width is measured from the space between your index fingers, and most trained lifters land somewhere between shoulder width and roughly 1.5 times shoulder width.
- A wider grip shortens the bar path and leans on the chest more. A narrower grip lengthens the path and asks more of the triceps.
- Going wider than about 1.5 times your shoulder width mostly adds shoulder stress without adding chest, so treat that as your ceiling.
- Your forearms should sit roughly vertical at the bottom of the press. That is the fastest visual check that your width fits your build.
- Pick a width, mark it against the knurling rings on the bar, and use the same grip every session so your numbers actually mean something.
Why grip width changes the whole lift
The bench press is a lever problem. Your grip width sets how far your hands are from your shoulders, and that distance decides two things at once: how far the bar has to travel, and how the load is shared between your chest and your triceps.
A wider grip brings your hands out toward the plates. The bar does not have to travel as far, and your chest muscles do more of the pulling because your upper arms sweep across your body more. A narrower grip pulls your hands in toward your ribs. The bar travels further, your elbows stay closer to your sides, and your triceps take on more of the job of straightening the arms. Neither is wrong. They are different tools, and the width you choose tips the balance.
Wider leans on the chest and shortens the path. Narrower leans on the triceps and lengthens it. Everything else in this guide is detail on top of that.
How wide is too wide
There is a real ceiling here, and it is worth respecting. Biomechanics work on grip width shows that a very wide grip produces meaningful sideways force at the bottom of the lift, load that your shoulder has to stabilise rather than press. Past a certain point you are not recruiting more chest, you are just asking the front of the shoulder to hold a position it does not love, rep after rep.
A common and sensible reference point from the research is to keep your grip at or below about 1.5 times your biacromial width, which is the distance between the bony points on top of your shoulders. Wider than that and you tend to trade chest activation for shoulder stress, which is a bad deal. If your shoulders ache on wide-grip pressing, narrowing your grip is one of the first things to try.
People chase a wide grip because it shortens the bar path and lets them touch heavier weight. But past roughly 1.5 times shoulder width the extra range you save is paid for in shoulder stress, not chest growth. Wider is not automatically better.
How to find your own width
You do not need a tape measure or a physics degree. You need a few working sets and one simple visual check: at the bottom of the press, your forearms should be roughly vertical, both from the front and from the side. Vertical forearms mean force travels straight down the bar instead of leaking off sideways.
- Start around shoulder width and a bit more. Set your hands so they sit a touch wider than your shoulders. For most people that is a comfortable, strong default to test from.
- Do a light set and film from the front. Press a warm-up set and look at the bottom position. If your forearms tip inward or outward, adjust your hands out or in until they stack vertically under the bar.
- Check where the bar touches. A slightly wider grip touches a bit higher, a narrower grip touches lower. Pair your width with a touch point that keeps your elbows at a moderate tuck, not flared wide.
- Test it under real load. The width that feels strong at warm-up weight is not always the one that feels strong at working weight. Do a heavier set and notice where you feel most stable off the chest.
- Lock it in. Once a width feels strong and your shoulders stay happy, mark it. That is your grip now.
If your forearms are vertical at the bottom of the press, your grip width fits your build. That single check catches most too-wide and too-narrow grips faster than any formula.
Using width to bias chest or triceps
Once you know your neutral width, you can nudge it on purpose to shift where the work lands. Electromyography studies, which measure how hard a muscle is firing, generally show more triceps involvement as the grip narrows and more chest involvement as it widens, though the effect is modest and varies between people.

Do not overthink this. Most people should press from one main grip most of the time so their strength numbers stay comparable, then add a close-grip variation as an accessory to hit the triceps and give the shoulders a lighter day. That gives you the best of both without turning every session into a science experiment.
Why a repeatable grip matters more than the perfect one
Here is the part people skip: the exact millimetre of your grip matters far less than using the same grip every single session. If your hands drift a finger wider some days and narrower others, your bar path, your touch point, and your leverage all shift with them. Then you cannot tell whether a hard rep means you are getting stronger or just gripped differently.
Standard barbells have knurling rings, the smooth bands in the knurling, and most bars have index marks you can line your fingers against. Pick a landmark, a specific finger on a specific ring, and use it every time. It takes two seconds and it turns your bench numbers into something you can actually trust and build on.
Line the same finger against the same ring or mark on the bar every set. A repeatable grip is worth more than a theoretically perfect one you never hit twice.
