A food label looks busy, but for tracking macros you only care about four numbers: calories, protein, carbohydrate, and fat. Everything else is either a subheading of those or a micronutrient you can note but do not need to hit to the gram. The catch is that labels are laid out to sell food, not to make your tracking easy. The serving size can be tiny, the per-100-gram column can sit next to the per-portion column, and the same yoghurt can look lean or rich depending on which figure your eye lands on. Learn the layout once and you stop being fooled by it.
The short version
- For macros, read only four lines: calories, protein, carbohydrate, and fat. The rest are breakdowns of those or micronutrients.
- Check the serving size first. Every other number on the label is per that serving, and the serving is often smaller than what you actually eat.
- Sanity-check any label with the 4/4/9 rule: protein and carbs are about 4 calories per gram, fat about 9. The macros should roughly add up to the calorie total.
- On many packs you get per serving and per 100 grams side by side. Per 100 grams is best for comparing two products; per serving is what you log.
- Carbohydrate includes sugars and fibre, so a food can be high carb but still high fibre and filling. Read the sub-lines before you judge it.
Start with the serving size, always
Before you read a single macro, find the serving size at the top of the label. Every number underneath is calculated for that one serving, and manufacturers often set it small so the calorie and sugar figures look modest. A bag of crisps might list its numbers per 30 grams when the bag holds 150 grams. If you eat the bag, you eat five servings, so you multiply everything by five.
The United States Food and Drug Administration (FDA) is blunt about this on its own guidance: the serving size is based on how much people typically eat, not how much you should eat, and it is not a recommendation. So the first question is never "how many calories" but "how many servings am I actually having".
A label reads 150 calories and looks light. Then you spot "servings per container: 2.5". Eat the whole thing and you have had 375 calories. The macro lines multiply the same way. Read the serving line first, every time.
The only four lines you need
For tracking macros, ignore most of the label and read four numbers. Calories tell you the energy. Protein, carbohydrate, and fat are your three macros. That is it. Vitamins, sodium, and the rest matter for overall health, but they are not what you are logging when you count macros.

The indented "of which" lines are the common source of double counting. Sugars live inside the carbohydrate total, and saturates live inside the fat total. You do not add them on top. You log the top-level carb and fat numbers and treat the sub-lines as extra detail about the quality of that food.
The carb line: two ways labels count it
Carbohydrate is where labels differ most by country, and it trips people up. In the United Kingdom and European Union, the carbohydrate figure usually excludes fibre, so fibre is listed as its own separate line. In the United States, the "Total Carbohydrate" figure includes fibre, with fibre shown indented underneath as a sub-line.
This matters if you track net carbs or if you are comparing a British and an American product. On a United States label, a bread might show 20 grams total carbohydrate with 6 grams fibre inside it. On a European label, the same bread would show roughly 14 grams carbohydrate and 6 grams fibre listed separately. The food is identical. Only the accounting differs. Pick one system and be consistent so you are not comparing apples with a slightly different apple.
A high carbohydrate number is not automatically bad. If a big chunk of it is fibre, the food is more filling and gentler on blood sugar. Beans, lentils, oats, and wholegrains all read as high carb precisely because they are carbohydrate rich, and they are some of the best foods you can eat.
Sanity-check with the 4/4/9 rule
You can verify almost any label with one piece of arithmetic. The energy in each macro is fixed and well established: protein and carbohydrate each provide about 4 calories per gram, and fat provides about 9 calories per gram. These are the values that underpin the calorie figure printed on the pack. Multiply the grams, add them up, and you should land close to the stated calories.
- Multiply protein grams by 4. A serving with 20 grams of protein contributes about 80 calories.
- Multiply carbohydrate grams by 4. 30 grams of carbs contributes about 120 calories.
- Multiply fat grams by 9. 10 grams of fat contributes about 90 calories.
- Add them and compare. 80 plus 120 plus 90 is 290 calories. If the label says roughly 290, it is internally consistent. A large gap usually means fibre, sugar alcohols, or alcohol is in play, or a typo.
You will not do this for every food, but it is a fast lie detector. If a snack claims 100 calories yet lists 15 grams of fat, the numbers do not work, because 15 grams of fat alone is about 135 calories. Something is off, and it is usually the serving size hiding in plain sight.
Per serving versus per 100 grams
Many labels, especially outside the United States, show two columns: per serving and per 100 grams. Each has a job. The per-serving column is what you log, because it matches a real portion. The per-100-grams column is your comparison tool, because it puts every product on the same scale regardless of pack size.
Say you are choosing between two protein yoghurts. One pot is 150 grams, the other 170 grams, so the per-serving protein looks different even if the products are similar. Glance at the per-100-grams column and you can compare them fairly in a second. Use per 100 grams to shop, use per serving to track.

Reading per 100 grams also strips away marketing. A cereal box shouting "high protein" on the front might show a modest protein figure per 100 grams once you check, while a plain bag of red lentils quietly delivers more. The front of the pack sells. The back of the pack, read per 100 grams, tells the truth. Plant staples such as tofu, lentils, and oats often score better than their packaging suggests.
Ignore the front, trust the back
Front-of-pack claims are the least useful part of any product for macro tracking. "Low fat" often means extra sugar was added to keep it tasty. "No added sugar" can still be carb dense from the food itself. "High protein" has loose legal definitions that vary by region. None of these tell you the grams. Only the nutrition panel on the back does.
There is one front-of-pack tool worth a glance in the United States: the percent Daily Value, or %DV. As a rough guide, the FDA suggests 5 percent or less of a nutrient per serving is low and 20 percent or more is high. It is a quick way to judge whether a food is a big or small contributor of, say, saturated fat or fibre. But for macros in grams, you still read the gram figures, not the percentages.
Serving size first. Then the four lines: calories, protein, carbs, fat. Do a rough 4/4/9 check if anything looks odd. Use per 100 grams to compare, per serving to log. That habit turns any label, in any country, into numbers you can trust in about ten seconds.
