The biggest problem with a dumbbell curl is that gravity only pulls straight down. At the bottom, with your arm hanging, the load on your biceps is almost nothing. At the top, with the weight over your elbow, it drops off again. So the muscle only gets loaded properly through a narrow slice of the middle. A cable fixes that. The line of pull comes from a fixed point instead of straight down, so the resistance stays roughly even from the stretched bottom to the squeezed top. Nothing goes slack. That constant tension is the whole reason to reach for the cable, and if you set it up wrong you throw the one advantage away.
The short version
- A cable keeps **tension on your biceps for the whole rep**, including the stretched bottom where a dumbbell goes slack. That is the point of using it.

Why the cable beats the dumbbell for tension
Muscles grow in response to tension held through a range of motion. The trouble with free weights on a curl is that they only fight gravity, and gravity always pulls straight down. When your arm hangs at the bottom of a dumbbell curl, the weight sits directly under your hand and your biceps barely feel it. Near the top, once the weight passes over your elbow, the load drops away again. The muscle gets a hard middle and two easy ends.
A cable changes the direction of the pull. The resistance comes from wherever the pulley sits, not from straight down, so with a low pulley the tension stays roughly even across the whole rep. The bottom is no longer a rest stop. You get real load in the stretched position, which is exactly where a lot of the growth happens and exactly where the dumbbell offers the least. That single difference is why the cable curl is worth learning to set up properly.
Reviews of training through different ranges keep landing in the same place: loading a muscle in its lengthened, stretched position builds at least as much size as short partial reps, and often more. On a curl, that means the bottom, arm nearly straight, is not the boring bit to rush. The cable is the tool that actually loads it.
Setting up the pulley and your position
Most people ruin the cable curl before they have moved a muscle, by standing in the wrong place. The fix is to think about where the cable line runs relative to your arm. You want it pulling forward and down through the whole rep, never straight up your body.
- Set the pulley low. Put the attachment at the bottom of the tower, near the floor. A straight bar or an EZ style bar works, or two single handles if you want each arm to work on its own. A high pulley turns this into a different exercise.
- Stand back a step. Take one or two steps away from the machine so the cable runs at a slight forward angle to you, not vertically. That angle is what keeps tension on the biceps at the bottom instead of letting the weight hang slack.
- Brace and pin your elbows. Feet about hip width, knees soft, midsection lightly braced. Tuck your upper arms against your ribs and keep them there. Your torso is a post that does not move for the whole set.
- Curl up under control. Raise the bar in about one to two seconds by contracting the biceps. Do not lean back or rock. Squeeze at the top without letting your elbows swing forward to meet the weight.
- Resist the way down. Take two to three seconds to lower back to the full stretch, fighting the stack the entire way. The cable will try to pull your arm down fast. Do not let it. That controlled lowering is where a lot of the work lives.
Standing right on top of the pulley so the cable runs straight up. That recreates the exact dumbbell problem you were trying to escape: no tension at the bottom. Step back until you feel the pull at the start of the rep, before you have curled anything.
Grip, angle, and useful variations
Once the basic low pulley curl feels solid, small changes let you hit the biceps from slightly different angles without ever losing the constant tension the cable gives you. None of these is essential, but they keep the work interesting and cover the muscle across a training block.

The Bayesian curl, where you hold a single handle and step forward so the cable runs from behind you, is worth a mention because it takes the cable's main strength to its logical end. Your arm sits a touch behind your torso, which lengthens the biceps further and puts load right into that deep stretch. It feels intense with very little weight, which is the sign it is working. Keep it strict and light rather than chasing a number.
How to program cable curls
Because the tension never lets up, a cable curl is genuinely harder than the same weight on a dumbbell, so expect to use less load. That is not a step backward. Constant tension for a full set of clean reps beats a heavier weight that goes slack half the time.
- Rep range: aim for roughly 10 to 15 reps per set. If your form breaks before 10, the stack is too heavy.
- Sets: 2 to 4 working sets covers it, whether the cable curl is your main biceps move or a finisher.
- Load: expect to use less than your dumbbell curl, because nothing gets a rest. That is normal and fine.
- Progress by adding a rep or moving up one plate on the stack over time, the same progressive overload that grows any muscle.
The cable curl is not automatically better than a dumbbell or barbell curl, it is different, strongest exactly where they are weakest. A smart arm session often uses both: a free-weight curl for the heavy middle, and a cable for the loaded stretch. You are covering the range, not picking a winner.
