Caffeine is the most studied performance supplement there is, and unlike most of the shelf at the supplement shop, it genuinely works. But the sweet spot is narrower than the label on your pre-workout suggests. Take too little and you feel a buzz with no real benefit. Take too much and you trade a small performance gain for a night of broken sleep, which costs you far more than the caffeine gave you.
The short version
- The evidence based dose is 3 to 6 mg of caffeine per kilogram of body weight, taken about 45 to 60 minutes before you train.
- For a 70 kg person that is roughly 210 to 420 mg, which is about two to four cups of coffee worth.
- More is not better. Above 6 mg per kg you mostly add jitters, a racing heart, and worse sleep, not more performance.
- Caffeine has a half life of around 5 hours, so an afternoon dose can still be in your system at bedtime and cut into your sleep.
- It helps endurance, strength, and power and lowers how hard the effort feels. It does not replace training, food, or sleep.
Does caffeine actually work, or is it hype?
It works, and it is not a close call. The International Society of Sports Nutrition reviewed hundreds of studies and concluded that caffeine reliably improves performance across endurance, strength, power, and sprinting. This is a rare thing in the supplement world, where most products are backed by a company website and little else.
The effect sizes are real but modest. Think of caffeine as something that lets you squeeze a bit more out of the training you were already going to do, often on the order of a few percent. A few percent does not sound like much until you realise it applies to a hard set, a long run, or a heavy session where small margins add up.
The most consistent finding is not raw strength at all. It is that the same effort feels easier. Caffeine blunts your perception of how hard you are working, which is why the last few reps or the final kilometre feel more manageable. That lower sense of effort is a big part of why people push a little further.
Caffeine blocks adenosine, the molecule that builds up through the day and makes you feel tired. With adenosine blocked, your brain reads the workout as less draining, so you can recruit more effort before you hit your ceiling.
The dose that actually matters
This is where most people get it wrong. The research points clearly to a dose based on your body weight, not a fixed number of scoops. The range that shows benefits without piling on side effects is 3 to 6 mg per kilogram of body weight, taken before you train.
Here is what that works out to for different body weights. If you are new to using caffeine for training, start at the low end and see how you respond before you climb higher.

If you weigh around 70 kg, roughly 200 to 250 mg is a sensible, effective starting dose. That is about two mugs of coffee or one moderate pre-workout scoop. You rarely need more.
A brewed cup of coffee holds a wide range, often somewhere between 80 and 120 mg, but it varies with the beans and how it is made. An espresso shot is around 60 to 80 mg. Energy drinks and pre-workout powders list their caffeine on the label, so those are easier to dose precisely.
When to take it
Caffeine is not instant. When you swallow it, it takes time to move from your gut into your blood and then to your brain. Peak levels land roughly 45 to 60 minutes after you drink it, which is when you want to be starting your warm up.
- About an hour before training, take your dose. Coffee, a caffeine tablet, or a pre-workout drink all work. Aim for that 3 to 6 mg per kg range.
- Warm up during the wait. By the time you hit your working sets, the caffeine is peaking and your body is ready.
- Do not stack it on top of your morning coffees. Count everything you have already had that day. The pre-workout dose adds to it, it does not reset the clock.
One practical note for gel capsules versus coffee: some research finds anhydrous caffeine, the powdered form in capsules and pre-workouts, shows slightly more consistent effects than coffee, possibly because the dose is exact. Coffee still works well. Use whichever you will actually stick with.
Why more is not better
There is a strong temptation to think that if 3 mg per kg helps, then 9 mg per kg must help three times as much. It does not. Above roughly 6 mg per kg, the performance curve flattens while the side effects keep climbing.
What you get from overdosing is not more strength. It is a racing heart, shaky hands, anxiety, an upset stomach, and the kind of wired feeling that makes it harder to focus, not easier. High doses can genuinely make a workout worse, especially for anything needing fine control or steady nerves.
Health authorities generally consider up to 400 mg of caffeine per day safe for most healthy adults. That total covers everything: coffee, tea, energy drinks, pre-workout, and chocolate. Your training dose lives inside that budget, it does not sit on top of it.
The sleep trap most people fall into
This is the single most important part of this article. Caffeine has a half life of about 5 hours in a typical adult. Half life means the time it takes your body to clear half of what you took. So if you take 200 mg at 4 pm, you still have around 100 mg in you at 9 pm, and about 50 mg near midnight.
That leftover caffeine quietly damages your sleep even when you feel like you fall asleep fine. Research has shown that caffeine taken six hours before bed can measurably cut into total sleep, and people often do not notice the effect on themselves. Poor sleep then blunts your recovery, your strength, and your mood the next day, which erases the small edge the caffeine gave you in the first place.
If you train in the late afternoon or evening, stop caffeine at least 6 to 8 hours before bed, or skip it for those sessions. Slow metabolisers, roughly half the population by genetics, should give it even more room. No workout gain is worth a wrecked night of sleep.
People metabolise caffeine at very different speeds because of genetics, so there is no single perfect cutoff time. If evening coffee has never bothered your sleep, you may be a fast metaboliser. If a mid afternoon cup keeps you staring at the ceiling, you are not, and you should treat caffeine as a morning and early afternoon tool only.
Tolerance, and getting the most from it
If you drink caffeine all day every day, your body adapts and the performance boost shrinks. You do not have to quit entirely, but there are a couple of ways to keep it working.
- Keep your daily background intake modest so the pre-workout dose still feels like something.
- Consider saving your higher dose for your hardest sessions or events, rather than every single workout.
- If your caffeine has stopped doing much, a short reset of a week or two of low intake can restore sensitivity.
- Do not chase bigger and bigger doses to feel the effect. That is the road to sleep problems and anxiety, not better training.
The honest summary: caffeine is a genuinely useful, cheap, well studied training aid. Dosed right and timed right, it helps. Dosed high and late, it costs you more than it gives. Get the number and the timing correct and you have most of what caffeine can offer.
