Carbs are the body's preferred fuel for hard work. When you sprint, lift heavy, or push through a long run, your muscles burn stored carbohydrate, called glycogen, faster than anything else. Run that store low and the session falls apart: legs go heavy, pace drops, and the last hard efforts feel impossible. But this does not mean everyone needs a mountain of pasta. The right amount of carbohydrate scales with your training, and a person doing three easy gym sessions a week has completely different needs from someone training for a marathon. Here is how to find your number instead of guessing.
The short version
- Hard training runs on glycogen, your muscles' stored carbohydrate. Run it low and performance drops before your muscles do.
- Carb needs scale with workload, from around 3 to 5 grams per kilogram on light days up to 8 to 12 on heavy endurance days.

Why hard training needs carbs
Your body stores carbohydrate as glycogen in your muscles and liver, and it is the fuel of choice for anything intense. Fat is a huge energy reserve, but it burns too slowly to power a sprint, a heavy set, or a hard interval. For those efforts, your muscles reach for glycogen because it releases energy fast. The harder and longer the work, the more you draw down.
When glycogen runs low, performance suffers before your muscles physically give out. This is the wall runners hit and the mid-workout crash lifters feel on low-fuel days. Keeping glycogen topped up for the demands of your training is the whole reason carbohydrate intake matters for performance, distinct from general health.
Carbs are performance fuel first. How many you need is set by your training load, not by a one-size-fits-all rule. Match the fuel to the work.
The targets, by how hard you train
The joint position stand from the Academy of Nutrition and Dietetics, Dietitians of Canada, and the American College of Sports Medicine lays out carbohydrate targets that scale with training volume. They are given per kilogram of body weight per day, so they adjust to your size automatically.

Find the row that matches your real week, not the week you wish you trained. Most recreational gym-goers and general exercisers sit comfortably in the 5 to 7 grams per kilogram band. The very high numbers belong to endurance athletes putting in serious daily hours, not someone doing four workouts a week.
Fuelling around the session
Total daily carbs matter most, but around long or intense training, timing adds a real edge. The International Society of Sports Nutrition's position on nutrient timing supports fuelling before demanding sessions and refilling afterwards, especially when your next hard effort is soon.
Before
For a hard or long session, a carb-containing meal a few hours ahead tops up glycogen. Closer to training, a smaller, easy-to-digest carb snack does the job without sitting heavy. For a short, easy workout you usually do not need to fuel specially at all.
During
For sessions under about an hour, water is enough. Once you push past 60 to 90 minutes of hard work, taking in carbs during exercise, roughly 30 to 60 grams an hour from a drink or gel, helps you hold intensity to the end.
After
Refilling glycogen matters most when you have another hard session within a day or so. A meal with carbs and some protein does this well. If you train once a day with plenty of recovery, you do not need to rush carbs in the minute you finish, your daily total will refill the tank in time.
Strength training needs less than you think
A 45 to 60 minute weights session, with its short bursts and long rests between sets, burns a modest amount of glycogen compared with an hour of hard running. You do not need to carb-load for it. Lifters generally do well in the lower to middle bands, keeping enough carbs to fuel training and recover, while prioritising protein for muscle repair.
The exception is high-volume, short-rest training, big supersets, long circuits, or metabolic conditioning, which drains glycogen much faster and pushes your needs up. Match the fuel to the actual demand of the session, not to the fact that you went to the gym.
Carbs you do not burn are just calories. On easy or rest days, dropping toward the 3 to 5 grams per kilogram end keeps total intake in check without hurting performance.
Quality still counts
Hitting a carb number does not mean living on sweets. For everyday meals, build your carbs from whole, fibre-rich sources: whole grains, potatoes, rice, oats, fruit, and pulses. These fuel training and bring the fibre and nutrients linked to better long-term health. Plant-based athletes are well covered here, since grains, pulses, and starchy vegetables are among the best training fuels there are.
Faster, lower-fibre carbs have their place too, but a specific one: right around hard training, when quick digestion and easy fuelling are the point and fibre would just slow things down. Everywhere else, whole sources should carry most of the load.
- Pick your daily band. Match the table to your real training week and set a rough carb target in grams per kilogram.
- Build most of it from whole sources. Grains, potatoes, oats, fruit, and pulses for everyday meals and steady energy.
- Fuel the hard sessions specifically. Carbs before long or intense work, and quick carbs during anything over 60 to 90 minutes.
- Adjust with your training. More carbs on heavy days, fewer on light and rest days. The number is meant to move.
